If you wake earlier than planned and can’t get back to sleep, don’t keep checking the time or force yourself to stay in bed. If you’ve been awake for about 20 minutes, get up and do something quiet in another room; return to bed when you feel sleepy. Keep your usual wake time rather than sleeping late or napping to make up for lost sleep.
What to do while you’re awake
- Stop checking the clock. Turn the clock away or keep it out of sight. Watching the minutes pass can add frustration without helping you fall asleep.
- Get out of bed after about 20 minutes. Mayo Clinic recommends moving to another room if you can’t fall asleep within roughly 20 minutes. You don’t need to time the interval precisely; the point is to avoid lying awake and becoming more frustrated. Mayo Clinic’s advice on waking and not getting back to sleep explains this approach.
- Choose a quiet activity. Read quietly or do another low-stimulation activity. Return to bed when you feel sleepy, rather than trying to make sleep happen by force.
- Keep your normal wake time. Avoid sleeping late or taking a nap to compensate. Regular sleep and wake timing is part of behavioral guidance for insomnia.
Why you might be waking too early
Waking too early and being unable to return to sleep can be a symptom of insomnia, but one episode does not establish an insomnia disorder. The time you wake up alone also cannot identify the cause.

Possible contributors include stress, anxiety or depression, medicines, pain or other medical conditions, caffeine or alcohol, changes in schedule, and sleep disorders such as sleep apnea. With age, the body’s internal clock may also shift earlier. These are possibilities to discuss in context, not diagnoses you can make from early waking alone. Mayo Clinic’s overview of insomnia symptoms and causes describes factors that can contribute.

Track the pattern
A clinician may ask you to keep a sleep diary for one to two weeks. A notebook is enough: note approximate bed and wake times, awakenings, naps, when you have caffeine or alcohol, and relevant symptoms. The diary can help show patterns; you do not need a paid tracker. Mayo Clinic’s insomnia diagnosis and treatment guidance discusses sleep diaries and evaluation.

Ask about CBT-I
For ongoing insomnia, cognitive behavioral therapy for insomnia (CBT-I) is usually recommended as the first treatment. It may include stimulus control, consistent sleep and wake timing, avoiding naps, relaxation strategies, and sleep restriction as part of an appropriate plan. This is longer-term treatment, not a technique you need to improvise during a single early-morning awakening. A healthcare professional can help determine whether it fits your situation. Mayo Clinic’s treatment overview explains CBT-I.
Consider whether your sleep schedule has shifted earlier
If you routinely fall asleep very early and wake very early, a shifted internal clock may be relevant. Evening outdoor light or a light box may help shift the schedule later, but Mayo Clinic advises discussing light therapy with a doctor. It is not a universal remedy for early waking, especially when another cause may be involved. Mayo Clinic’s guidance on insomnia treatment covers light therapy.

Be cautious with over-the-counter sleep aids
Don’t make an over-the-counter sleep aid your routine response. Mayo Clinic notes that many contain antihistamines and are not intended for regular use. Possible side effects include daytime sleepiness, dizziness, confusion, problems thinking, and difficulty urinating; effects may be worse in older adults. Ask a clinician or pharmacist before using one, particularly if you are older, take other medicines, or have health conditions. Medication choices should be made with a healthcare professional, not based on a general article. Mayo Clinic’s insomnia treatment guidance includes cautions about sleep medicines.

When to contact a healthcare professional
Talk with a healthcare professional if the problem persists, becomes a concern, or makes daily activities difficult. Seek assessment for awakenings accompanied by loud snoring, gasping, or witnessed pauses in breathing, since these may point to another sleep disorder. There is no single number of nights or early-waking time that applies to everyone; a clinician can consider your pattern, health, medicines, and daytime effects. Mayo Clinic’s insomnia symptoms and causes information outlines when evaluation may be appropriate.
