Strength Training vs. Cardio for Older Adults Trying to Lose Fat

For adults near retirement age, the most reliable approach to losing fat while keeping muscle is a sustainable nutrition plan combined with resistance training, with aerobic exercise added for fitness and additional activity. Cardio can help reduce fat, but cardio alone is not the clearest choice when preserving muscle during weight loss matters. A combined program is often the most balanced option, provided it matches your health, mobility and tolerance.

That distinction matters because a lower scale weight does not necessarily mean less body fat. During dieting, some weight can come from muscle and other lean tissue. The practical goal is therefore not simply “lose weight,” but reduce fat while maintaining—or, where possible, improving—strength, lean mass and daily function.

Fat loss is not the same as losing scale weight

Body weight is a single number. Body composition separates that number into fat mass, lean mass, water and other components. A diet that produces rapid weight loss can reduce fat, but it may also reduce muscle. For an older adult, that trade-off can affect strength, balance, walking ability and independence.

The central evidence for this comparison is a 2023 systematic review and network meta-analysis in Advances in Nutrition. It examined adults aged 55 to 70 with overweight or obesity and evaluated fat mass, body-fat percentage, lean mass, body-mass index (BMI) and waist circumference separately. The researchers identified 92 studies and included 66 studies involving 4,957 participants in the network analysis. Interventions lasted from eight weeks to six months, and the exercise programs, diets and participants varied substantially.

That review found a consistent pattern: energy restriction reduced fat, but diet-only approaches tended to reduce muscle as well. Adding exercise generally produced a better body-composition result, with resistance or mixed exercise more favorable than aerobic-only exercise for preserving lean tissue.

What each type of exercise contributes

Goal Resistance training Aerobic training Combined training
Reducing fat Can reduce fat mass, although exercise alone had smaller effects than nutrition interventions in the network analysis. Can reduce fat, especially when paired with energy restriction; aerobic-only exercise reduced body-fat percentage in the analysis. Pairs the activity benefits of both modes with a nutrition plan and ranked among the strongest overall strategies in the review.
Keeping muscle during weight loss Most directly aligned with the muscle-preservation goal during a calorie deficit. Useful for fitness and activity volume, but less suited by itself to preserving muscle. The only exercise category that significantly increased lean mass in the network analysis.
Strength and function Improves the force-producing capacity needed for lifting, climbing stairs and other daily tasks. Helps stamina and cardiorespiratory fitness rather than directly loading muscles for strength. Addresses strength and aerobic capacity, although the exact balance must be individualized.
Best use Prioritize when muscle, strength or function is a major concern. Include according to preference, tolerance and cardiovascular-fitness goals. Often the most complete choice when both forms can be performed safely and consistently.

This is an evidence synthesis, not a tested prescription for every individual. The studies used different exercise doses, equipment, diets and supervision levels, so their rankings should not be interpreted as a guarantee for a particular person.

Why resistance training matters during fat loss

It supplies a muscle-preservation signal

When food intake is reduced, the body has less energy available. Without a reason to retain muscle, some lean tissue can be lost along with fat. Resistance exercise—using machines, free weights, body weight or bands—places a progressive demand on muscles. That demand helps make muscle retention a central adaptation rather than an accidental outcome.

In the network meta-analysis, mixed exercise produced a statistically significant improvement in lean mass or fat-free mass, with a standardized mean difference of 0.44 (95% confidence interval 0.11 to 0.77). It was the only exercise category in that analysis with a significant increase in that outcome. The result is a group-level estimate across varied studies, not a promise that every participant will gain the same amount of muscle.

It supports function, not just appearance

For an older adult, preserving muscle can mean being able to rise from a chair, carry groceries, climb stairs or recover from an illness. Strength is also relevant to balance and fall-risk management because many everyday movements require force quickly and repeatedly.

A separate 2023 systematic review focused on adults around retirement age with sarcopenic obesity—a narrower group with both excess fat and low muscle—reported that resistance training was associated with a 1.53-percentage-point reduction in body fat (95% CI −2.91 to −0.15), a 2.72% increase in muscle mass (95% CI 1.23 to 4.22), a 4.42 kg increase in muscle strength (95% CI 2.44 to 6.04), and a 0.17 m/s increase in gait speed (95% CI 0.01 to 0.34). Those estimates apply to that specific population and comparison; they should not be presented as guaranteed results for every older adult trying to lose fat.

It does not need to look like bodybuilding

Effective resistance work can be adapted to the person and the setting. A program might use a chair-supported squat, a wall push-up, a resistance-band row, a step-up or a machine exercise. The defining feature is that muscles work against meaningful resistance and the task can be progressed safely—not the brand of equipment or the appearance of the workout.

What cardio adds

It increases energy expenditure and aerobic capacity

Walking, cycling, swimming, rowing and other aerobic activities can contribute to the energy deficit required for fat loss. They also challenge the heart and lungs, improving cardiorespiratory fitness. Older-adult guidance consistently treats aerobic activity as an important part of health, even when fat loss is not the main objective.

In the network analysis, aerobic-only training reduced body-fat percentage, while clearer effects appeared when aerobic exercise was combined with energy restriction. That pattern does not make cardio ineffective. It means that exercise is only one part of the energy balance equation, and that cardio alone does not offer the same muscle-preservation rationale as resistance training.

Cardio is often the easier activity to sustain

Some people enjoy walking with friends, cycling or water exercise more than lifting. Enjoyment, convenience and low joint stress can determine whether an activity is performed consistently. A form of cardio that someone can repeat comfortably may contribute more over time than a theoretically ideal program that causes pain or is abandoned.

Cardio can also be the most practical starting point for someone who is not ready for loaded exercise. As confidence, balance and strength improve, resistance work can be added rather than treating the choice as permanent.

Why a combined approach often wins

The review’s strongest overall message is not “strength instead of cardio.” It is that nutrition and exercise should be combined, with resistance or mixed exercise used to address muscle while aerobic work contributes fitness and activity.

Only mixed exercise significantly increased lean mass in the network analysis. Strategies combining energy restriction with resistance or mixed exercise also ranked among the strongest modeled approaches across body-composition outcomes. This makes a combined plan a sensible default when a person can tolerate both forms.

The balance does not have to be equal. Someone mainly concerned about muscle loss may devote more attention to resistance sessions and add manageable cardio. Someone with very low aerobic fitness may begin with short, tolerable aerobic activity while introducing simple strength movements. The correct mix is the one that can be performed safely, recovered from and maintained.

What the numbers from the review mean

Modeled intervention or outcome Estimate How to interpret it
Energy restriction plus high protein and exercise for body-fat percentage −3.99 percentage points (95% CI −5.44 to −2.54) The most effective modeled intervention for percentage body fat in that analysis; a group-level comparison, not an expected individual result.
Energy restriction plus high protein for fat mass −5.86 kg (95% CI −7.34 to −4.37) The strongest modeled reduction in kilograms of fat mass; the estimate came from varied trials and is not a universal target.
Mixed exercise for lean mass or fat-free mass SMD 0.44 (95% CI 0.11 to 0.77) The only exercise category with a significant increase in that outcome in the network analysis.
Energy restriction plus resistance training for BMI −2.04 BMI units (95% CI −2.60 to −1.49) The strongest modeled BMI reduction; BMI is not a direct measure of fat mass.

These figures summarize comparisons between study groups. They do not specify how many calories an individual should eat, how much protein to consume, how often to train or how quickly results should appear.

How to build an individualized plan

1. Start with health, function and tolerance

Before changing activity substantially, consider current mobility, balance, joint symptoms, cardiovascular history, medications and previous exercise experience. Anyone with a relevant medical limitation should obtain individualized advice from a qualified clinician or exercise professional. The evidence supports tailoring activity to health status; it does not provide a complete screening protocol for every condition.

Identify movements that are already comfortable. A person who can walk without symptoms may be ready for regular walking and basic resistance exercises. Someone with painful knees, poor balance or severe deconditioning may need supervised or chair-supported options first.

2. Create a sustainable nutrition strategy

Fat loss requires an energy deficit over time, but the deficit should be compatible with adequate nutrition and daily function. The reviewed evidence does not establish one calorie target for all older adults. A clinician or registered dietitian can account for body size, medications, kidney function, diabetes, appetite, cultural preferences and activity.

Include a reliable source of protein in meals when medically appropriate, because the review found favorable body-composition results for strategies that combined energy restriction, higher protein and exercise. Do not assume that a high-protein approach is suitable for everyone; medical conditions and treatment plans matter.

3. Make resistance exercise the muscle-protection anchor

Choose movements that train the major patterns used in daily life: sitting and standing, pushing, pulling, stepping and carrying. Begin with a load and range of motion that allow controlled technique. Progress can mean adding a small amount of resistance, performing more controlled repetitions, increasing range of motion or moving from a supported variation to a less-supported one.

There is no single weekly frequency established by the evidence for every older adult. A practical plan should leave enough recovery between challenging sessions and should be adjusted if soreness, joint pain, unusual fatigue or declining function appears.

  • Please Note: To reach 10Gbps speed, keep the cable under 3.3 ft. For USB A Male to USB C adapters, try flipping the USB C connector. USB C Male to USB A adapters support bidirectional 10Gbps transfer within 3.3 ft

4. Add cardio that fits the person

Select an aerobic activity that is accessible and enjoyable: walking, cycling, swimming, water exercise or another rhythmic movement. The starting point may be brief bouts spread through the day for someone who cannot yet tolerate a continuous session. Gradually increasing total activity is more useful than forcing a preset intensity that causes symptoms.

Use the talk test, perceived effort and recovery as practical feedback, unless a clinician has provided a different method. Persistent chest discomfort, faintness, severe breathlessness or new neurologic symptoms require stopping and seeking medical attention.

Special offer. See more information about Outbyte and uninstall instructions. Please review EULA and Privacy policy.

5. Coordinate the two modes

Resistance and aerobic work can occur on separate days or in the same session, depending on schedule and recovery. If strength quality is the priority, perform the most technically demanding resistance work when fresh. If a person is new to exercise, alternating easier and harder days can make adherence more realistic.

Do not treat every increase in scale weight as failure. Water shifts, bowel contents and changes in muscle can obscure fat loss for days or weeks.

How to measure progress without relying on one number

  • Waist measurement: Track under the same conditions and at consistent intervals. Waist circumference can change differently from body weight.
  • Strength and function: Note whether chair rises, stair climbing, carrying and walking feel easier. A simple record of repetitions, resistance or walking duration can reveal progress.
  • Body weight: Use a trend rather than reacting to a single reading. Weight does not distinguish fat from lean tissue.
  • Body-fat estimates: Home devices and visual assessments can be imprecise. Treat them as trend tools, not definitive measurements.
  • Recovery and symptoms: Sleep, persistent soreness, pain and unusual fatigue indicate whether the current workload is appropriate.

The review itself reported inconsistency in some BMI and waist networks, and most included studies had unclear risk of bias or reporting bias. That is another reason to combine several measures and avoid declaring success or failure from one metric.

Common mistakes and how to correct them

Using cardio alone because it burns calories

Cardio can help create an energy deficit, but it does not replace the muscle-loading stimulus of resistance exercise. Add an appropriately scaled strength component when preserving muscle is important.

Special offer. See more information about Outbyte and uninstall instructions. Please review EULA and Privacy policy.

Assuming harder exercise compensates for an unsustainable diet

The evidence generally favored nutrition plus exercise over exercise alone for body composition. Excessively restrictive eating can worsen fatigue, reduce training quality and increase the risk of losing lean tissue. Seek professional help when appetite, medication or a medical condition complicates weight management.

Progressing too quickly

Joints, tendons, balance and recovery capacity may need time to adapt. Increase one aspect at a time and keep a record of symptoms. Pain that changes movement, swelling, dizziness or a decline in daily function is a reason to reassess rather than push through.

Chasing BMI as the only outcome

BMI is useful for population comparisons but does not directly measure fat or muscle. The network estimate of a 2.04-unit BMI reduction with energy restriction plus resistance training should not be interpreted as a specific fat-loss promise.

Buying equipment before establishing a routine

Resistance bands can be a convenient home option, but the equipment itself does not cause fat loss. A chair, wall, body weight or household setup may be enough to begin. Choose equipment only after deciding which movements can be performed safely and progressed.

Who should emphasize which mode?

Situation Initial emphasis Reasoning
Concern about muscle loss, weakness or declining function Resistance training, with tolerable cardio added Directly addresses muscle and strength while cardio supports fitness.
Very low aerobic fitness or limited endurance Gentle, progressive cardio plus basic supported resistance work Builds tolerance without postponing the muscle-preservation stimulus entirely.
Joint pain or balance limitations Clinician- or professional-guided variations; often supported resistance and low-impact aerobic activity Exercise selection must reflect symptoms and safety.
Enjoys walking or cycling but dislikes gyms Home or outdoor resistance movements combined with preferred cardio Adherence and progression matter more than a particular venue or machine.
Sarcopenic obesity or substantial frailty Individualized resistance-led plan with medical oversight The narrower 2023 review in sarcopenic obesity found improvements in fat, muscle, strength and gait speed, but those results should not be generalized without assessment.

What the evidence can—and cannot—say

The network meta-analysis is useful because it compares many diet and exercise categories at once, but its broad categories hide important differences. Participants, supervision, resistance methods, aerobic activities, dietary approaches and intervention lengths varied. The authors also reported that most studies had unclear risk of bias or reporting bias, and that the BMI and waist networks were inconsistent.

Therefore, the evidence supports a direction rather than a universal formula: use an appropriate energy deficit for fat loss, include resistance or mixed exercise to protect lean tissue, and use cardio to build fitness and increase activity when tolerated. It does not justify promising a fixed amount of fat loss or prescribing one calorie, protein, intensity or weekly-frequency target to every older adult.

Bottom line for choosing strength, cardio or both

If the only goal is making the scale move, either diet or cardio may change weight. If the goal is losing fat while remaining strong and capable, resistance training deserves a central role. Cardio remains valuable for heart and lung fitness, activity and enjoyment. For many older adults who can perform both safely, combining resistance and aerobic exercise with a sustainable nutrition strategy offers the most complete answer.
