A practical starting point is to move caffeine earlier—often at least six to eight hours before bed—avoid using alcohol as a sleep aid, and leave heavy meals for earlier in the evening. These are general habits, not universal cutoffs: people respond differently, and a light snack before bed is not the same as a large meal.
How long before bed should you stop drinking coffee?
Try having caffeine earlier in the day, especially if you have trouble falling asleep or notice that caffeine affects your nights. NIH and NHLBI guidance says caffeine’s effects may last up to eight hours or longer; the NHS recommends avoiding tea and coffee for at least six hours before bed. These are useful starting points, not guarantees that sleep will be unaffected after a particular number of hours.

The response can depend on how much caffeine you consume, when you consume it, and your individual sensitivity. Coffee is not the only source: tea and other caffeinated drinks count toward your intake. If you suspect caffeine is affecting your sleep, record when and how much you have and compare that with your bedtime and night waking.

The findings vary in part because the studies asked different questions. An American Academy of Sleep Medicine report on a 2013 controlled study of 12 healthy normal sleepers found that 400 mg of caffeine disrupted sleep when taken at bedtime or three or six hours beforehand. Objectively measured total sleep time fell by more than an hour even when participants took that dose six hours before bed. That result concerns a specific dose and small study group; it does not predict the effect of every dose on every person. AASM’s report on the controlled study.

By contrast, NHLBI’s summary of the Jackson Heart Sleep Study describes 785 participants and 5,164 days and nights of diary and sensor data. Caffeine consumed within four hours of bedtime was not associated with the measured sleep parameters. The study was observational, however, and did not capture caffeine dose or differences in sensitivity and tolerance. It therefore does not establish that caffeine within four hours is harmless for everyone. NHLBI’s summary of the study.
Because the studies differ in design, participants, dose, and what they measured, their results are not a simple contradiction. The six-to-eight-hour guidance is a cautious practical horizon; your own pattern may be different.

Does alcohol help you sleep?
Alcohol may make you feel drowsy or fall asleep more easily, but that does not make it a reliable sleep aid. NIH and NHLBI guidance warns that alcohol can leave sleep lighter and contribute to waking during the night. Avoid relying on a drink to help you sleep, and avoid drinking close to bedtime if you find it disrupts your rest.

There is no single timing rule in the cited guidance that predicts how alcohol will affect each person. The important distinction is between feeling sedated at first and sleeping well through the night; easier sleep onset does not mean more restorative sleep. Is it bad to eat a big meal late at night?
A large or heavy meal near bedtime may cause indigestion that interferes with sleep. NHLBI advises avoiding heavy or large meals within a few hours of bedtime, while noting that a light snack is okay. NIH likewise cautions that a large meal can cause indigestion. The sources do not set a precise meal cutoff that applies to everyone, so focus on meal size and whether eating late causes you discomfort.
This advice is not a reason to treat all food before bed as harmful. A light snack is different from a heavy meal, and the cited guidance does not identify a universal amount or exact number of hours that guarantees a comfortable night. Read the NHLBI guidance for its distinction between heavy meals and a light snack.

How to find your own pattern
A brief sleep diary can help you notice whether caffeine, alcohol, or late meals coincide with difficulty sleeping. CDC suggests noting bedtime, waking during the night, and alcohol and caffeinated drinks. For one to two weeks, record those details along with when you ate a large meal, if relevant. A simple notebook is enough; the diary is a way to observe patterns, not a treatment or diagnosis. CDC sleep guidance.

- Record alcohol use and night waking so you can see whether they occur together.
- Note whether a late meal was large or heavy, and whether indigestion followed.
If sleep problems regularly affect your daily life, talk with a healthcare provider. Changing drink or meal timing may help identify habits, but it does not diagnose or rule out a sleep disorder. CDC and NIH both advise seeking provider guidance when sleep problems persist. CDC sleep guidance; NHLBI healthy sleep habits.
