Best Ways to Add Movement to a Desk-Based Workday

Use brief walks, stretches, stairs, and posture changes to interrupt desk work. Learn what evidence says about break timing, reminders, and sit-stand desks.

Build movement into ordinary work transitions: take a brief walk, stretch between tasks, use stairs, or stand for a while to vary your posture. A sit-stand desk can help reduce time spent sitting, but standing is not the same as walking or exercise. There is no proven break schedule that works best for everyone; choose a pattern you can fit around your work and repeat.

Start with small breaks you can actually take

You do not need special equipment to interrupt a stretch of desk work. The CDC’s Physical Activity Breaks for the Workplace resource guide suggests short 5–10-minute activity breaks and gives examples such as stretching and office workouts. Many activities can be done at a desk and require little or no equipment.

  • Walk to get water or take a short lap when finishing a task.
  • Use the stairs for a routine trip between floors.
  • Stretch briefly after a meeting or a long period of screen work.
  • Try a simple desk-side movement break when leaving your workspace is inconvenient.

These breaks are practical ways to move more during the workday; they are not a substitute for meeting broader activity recommendations.

Choose a break rhythm that fits your work

Short, frequent interruptions may help break up sitting, but the evidence does not identify one best schedule for every worker. A Cochrane review of 34 workplace studies involving 3,397 employees in high-income countries found that the evidence for most workplace sitting-reduction strategies was low to very low quality. Its summary is available at Cochrane’s review of workplace interventions to reduce sitting.

One comparison in that review found that one-to-two-minute breaks every half hour reduced work sitting by an average of 40 minutes per day compared with two 15-minute breaks. That result came from one study and was rated low-quality evidence; treat it as an example, not a required schedule. You might instead link a quick walk or stretch to natural pauses such as the end of a call, a completed task, or a scheduled screen break.

Vary your posture, but distinguish standing from moving

NIOSH advises home workers to change posture periodically: “Varying your posture regularly is beneficial.” Its Working from Home guidance suggests standing for periods as a break from prolonged sitting, as well as taking breaks from screens and sitting that can include stretching, walking, taking the stairs, or getting water.

A sit-stand desk or converter may make posture changes easier, especially if you can adjust it comfortably and use it without disrupting your work. Cochrane’s review found that sit-stand desks may reduce workplace sitting. A pooled short-term estimate was an average reduction of 100 minutes of sitting per workday compared with sitting desks, but the evidence was low quality and later effects may be smaller. That is a study estimate, not a result an individual should expect.

Standing time does not automatically become walking time or exercise. A 2022 systematic review of 26 studies—16 on desks, five on office arrangements, and five on building design—found that sit-stand desks reduced sitting but had minimal effect on physical activity. The review found more promise in active office and building design that made incidental movement easier. See the review indexed by CDC/NIOSH.

Make movement easy to remember and easy to reach

Use prompts as reminders, not guarantees

A timer, calendar cue, or computer reminder can help you remember to move, but no single commercial app or prompt schedule has been established as best. In a CDC-published study, 60 office workers were assigned hourly prompts either to stand or to walk at least 100 steps after standing. Both groups reduced some measures of sitting bouts. Only the walking-prompt group significantly increased daily steps, while the differences between the groups were not statistically significant. The authors also noted limits tied to the study population and setting. Read the 2014 study in Preventing Chronic Disease.

Attach movement to routine transitions

Look for opportunities that do not require a separate workout or a major schedule change: take a longer route to a meeting room, use stairs when practical, or stand and stretch after finishing a task. The 2022 review found that active building features such as stairs and flexible workspaces were associated with increased activity in some studies. The finding supports making movement convenient, not assuming every office layout will produce the same result.

Decide whether equipment solves your problem

Consider a height-adjustable desk if your main obstacle is being able to change posture while continuing desk work. Check that it fits your existing desk and available space, adjusts to a comfortable working height, feels stable, and leaves enough usable surface. A desk is optional: basic movement breaks do not require one. The Cochrane review also reported reduced work sitting with treadmill desks when paired with counselling, while evidence for cycling desks was insufficient.

Keep workday movement in perspective

The CDC guide attributes the concise advice “Move more and sit less” to the Physical Activity Guidelines. Those guidelines recommend at least 150 minutes of moderate-intensity activity or 75 minutes of vigorous-intensity activity each week, plus muscle-strengthening activity on at least two days. Light movement and standing breaks can help interrupt sitting, but they should not be counted automatically as moderate or vigorous activity or as muscle-strengthening sessions.

Choose options according to the constraint you need to solve: free breaks and stairs require little setup; prompts help if remembering is the problem; a sit-stand desk can help vary posture but takes space and does not reliably add activity on its own. The evidence does not show that one approach works best for every worker.
