If traffic, neighbors, aircraft, or a snoring partner wake you, well-fitted earplugs have the strongest direct comparative evidence among the options reviewed. If the room is already quiet but you struggle to settle, try a familiar, low-arousal music track at a quiet volume. Nature sounds, brown noise, sleep stories, and sound apps can be useful personal experiments, but current evidence does not show that any colored noise is reliably superior to silence or other approaches.
When outside noise is not the trigger, start with the basics: a consistent schedule and a quiet, cool, dark bedroom. They avoid exposing your ears to continuous sound and are specifically recommended in sleep-habit guidance from the National Center for Complementary and Integrative Health (NCCIH).

Start with the source of the sleep problem
Sound is not one problem. A sudden bus, a neighbor’s bass, and an anxious mind require different responses. Before choosing an audio track, identify whether you need to block sound, mask unpredictable sound, or simply make it easier to relax.

What the evidence says about sound for sleep
The broadest recent assessment is a 2022 systematic review of 34 studies involving 1,103 participants. It found no strong evidence that auditory stimulation improves sleep. The studies used very different sounds, doses, outcome measures, and participant groups, which makes a single “best” sound impossible to establish. The review did not identify adverse effects from short-term auditory stimulation, but absence of reported short-term harm is not proof of a long-term benefit.

NCCIH summarizes a separate 2022 review of 13 studies involving 1,007 adults with insomnia. Music may improve reported sleep quality and may produce small improvements in sleep-onset latency, sleep duration, sleep efficiency, and daytime effects. Evidence was insufficient to conclude that music reduces insomnia severity or nighttime awakenings. In other words, people may feel that they slept better even when objective or diagnostic outcomes do not clearly change.
A 2025 perspective review reached a similar practical conclusion: colored noise has no consistent evidence of improving sleep outcomes, while music more consistently improves perceived sleep quality than objective sleep measures. That distinction matters. A sound can be pleasant and help you relax without changing the architecture of sleep in a reliably beneficial way.
Earplugs: the strongest choice for unpredictable outside noise
Why blocking usually beats masking
Noise colors and other tracks add sound to the room. Earplugs reduce the sound reaching your ears, so they can address a car horn, a door slam, or a snoring partner without requiring playback all night. They are especially logical when the unwanted noise is intermittent: a continuous masker may cover a quiet interval but cannot prevent the total sound exposure from accumulating.
In a seven-night laboratory study published in Sleep in 2026, 25 healthy adults experienced 93 environmental-noise events with maximum levels from 45 to 65 dBA. The noise reduced N3, the deepest non-REM sleep stage. Continuous pink noise played at either 40 or 50 dBA also reduced REM sleep. Earplugs mitigated nearly all of the environmental-noise effects, although protection began to fail at the highest 65 dBA condition. The investigators wrote: “In contrast to PN, earplugs proved efficacious in mitigating the effects of EN on sleep.”
The study was small, laboratory-based, and conducted in healthy adults. It did not compare brands, earplug materials, or real-world bedroom behavior, and it does not establish long-term effects or results for infants, people with diagnosed sleep disorders, or people with hearing conditions. Treat it as direct evidence about the tested conditions, not a guarantee for every bedroom.
How to try earplugs safely
- Choose a sleep-appropriate design. Soft foam or low-profile silicone models are commonly used for side sleeping. The 2026 study did not establish that any particular brand is superior, so prioritize a reliable seal and comfort rather than a marketing claim.
- Fit them before bedtime while you are awake. For roll-down foam, compress the plug, pull the outer ear gently up and back, insert it, and hold it until it expands. If the plug is painful, continually slips out, or leaves a large gap, try a different size or shape.
- Check awareness and communication. Test whether you can hear a smoke alarm, emergency alert, or agreed-upon signal. A partner may need a visual or vibrating backup if hearing an alarm is critical.
- Keep them clean and replace them as directed. Disposable foam plugs collect oils and debris; reusable plugs need washing and complete drying according to their instructions. Stop using them if your ear becomes sore, itchy, blocked, or develops discharge.
- Reassess after several nights. Note awakenings, morning comfort, and whether the original noise still breaks through. Do not increase sound elsewhere simply because an earplug feels imperfect; improve the fit first.
When earplugs are not the whole solution
Earplugs cannot make a very loud or close source safe, and they may be unsuitable when you must hear alarms, a child, a medical device, or another safety signal. They also do little for internal alertness, worry, or a sleep schedule that shifts from night to night. In those cases, combine the physical barrier with environmental changes or a clinician’s advice rather than assuming a different noise color will solve the problem.

Music: a reasonable relaxation experiment
What the studies support
Music is the best-supported audio alternative when your main difficulty is relaxing rather than blocking a noise source. NCCIH’s summary of the 2022 review of 13 studies and 1,007 adults reports that music may improve self-reported sleep quality. Possible small gains were also seen in sleep-onset latency, total sleep duration, sleep efficiency, and daytime effects. The evidence was not sufficient for insomnia severity or nighttime awakenings, so music should be framed as a low-risk trial, not a treatment promise.
Music’s effects are more consistent for how sleep feels than for measurements such as sleep stages. A song that helps you feel settled can still be useful even if it does not change your sleep architecture, provided it does not become a new source of awakenings.
Build a low-arousal playlist
- Use familiar tracks. Choose music you already associate with calm. Novel, emotionally intense, lyrical, or rhythmically dramatic songs can keep attention active.
- Set a quiet level. NCCIH warns that music played too loudly can contribute to noise-induced hearing loss. Start below conversation level; if you can clearly feel the bass or hear detail from across the room, lower it.
- Use a timer. A 20- to 45-minute fade-out lets music support sleep onset without playing continuously. If you repeatedly wake when playback stops, try a longer fade or a different approach rather than raising the volume.
- Keep the device out of reach. Put the speaker or phone across the room, disable notifications, and avoid looking at the screen after starting playback.
- Evaluate the result honestly. Track how long you think it took to fall asleep, how often you woke, and how you felt in the morning. Keep the playlist only if it helps without increasing attention or disturbing a bed partner.
Nature sounds and mixed audio
Rain, ocean surf, wind, streams, and forest recordings are popular because they can feel less artificial than a constant tone. They may also provide a gentle background that makes occasional household sounds less noticeable. The difficulty is that studies frequently bundle nature sounds with music, colored noise, spoken material, or relaxation instructions. That makes it impossible to attribute an observed effect to “rain” alone.
Use nature audio as a preference-based experiment. Select a recording with no sudden thunderclaps, advertising, volume jumps, or loop clicks. A short timer is sensible if your room is already quiet. If you are using the track to cover traffic or neighbors, compare it with earplugs: masking can make an interruption less salient, but it does not physically reduce the source or prove that sleep stages are protected.
Brown, pink, and white noise: what the colors do and do not mean
Frequency labels are descriptions, not treatments
White noise distributes energy broadly across frequencies. Pink noise has relatively more low-frequency energy than white noise, and brown noise emphasizes low frequencies still further. These labels describe the spectrum of a signal; they do not establish that one color is safer, more relaxing, or better for sleep.

Marketing often presents brown noise as deeper and less harsh, but direct sleep evidence is much thinner than those claims suggest. The 2025 perspective review found no consistent evidence that colored noise improves sleep outcomes. The 2026 controlled study adds a caution specific to pink noise: continuous pink noise at 40 and 50 dBA reduced REM sleep in the tested laboratory conditions, even while environmental noise disrupted deep N3 sleep and earplugs reduced most of those environmental effects.

That result does not prove that every pink-noise recording harms every sleeper, nor does it tell us what brown noise does over months of use. It does mean you should not substitute a color label for evidence. If a low-volume track feels comfortable, treat it as a personal preference and monitor whether it causes awakenings, morning fatigue, or a need to keep increasing the volume.
If you still want to test a colored-noise track
- Start at the lowest level that makes the room feel less distracting; louder is not a stronger dose of sleep treatment.
- Use a timer or a gradual fade rather than assuming all-night playback is necessary.
- Do not place earbuds deep in the ear canal overnight, especially if they cause pressure or soreness.
- Compare the track with silence and with earplugs on separate nights, changing only one factor at a time.
- Stop if you notice ringing, muffled hearing, ear pain, repeated awakenings, or worse morning alertness.
Silence and environmental control
If outside noise is not waking you, silence is a valid alternative to every sound-based intervention. NCCIH sleep-habit guidance recommends maintaining a consistent sleep schedule and sleeping in a quiet, cool, dark room. Those steps target light, temperature, and circadian timing without exposing your ears to continuous playback.
A practical room checklist
- Quiet: close windows, move a vibrating device, silence notifications, and address the actual source before adding a masker.
- Cool: use bedding and ventilation that prevent overheating. Comfort matters more than achieving one universal temperature.
- Dark: block outdoor light and cover bright device indicators. If you need a night-light for safety, keep it dim and warm-colored.
- Consistent: keep wake time stable, including weekends when possible. A regular wake time is often easier to control than forcing sleep at an exact hour.
- Low stimulation: finish demanding work and scrolling before getting into bed, and keep the phone away from the pillow.
NCCIH summarizes the approach this way: “Using relaxation techniques before bedtime can be part of a strategy to improve sleep habits that also includes other steps, such as (1) maintaining a consistent sleep schedule; … and (4) sleeping in a quiet, cool, dark room.”
Sleep stories, audiobooks, and narrated sleepcasts
Narrated audio can occupy a busy mind without the musical cues that some listeners find irritating. Choose a calm speaker, low emotional intensity, and content you do not feel compelled to finish. Set a timer so a plot twist, advertisement, or abrupt ending does not wake you.
Evidence remains limited and mixed. The 2025 perspective review describes studies in which audiobooks or sleepcasts did not improve insomnia symptoms or objective sleep parameters compared with a waitlist or baseline. That makes narrated audio an optional relaxation aid, not an established insomnia treatment. If the story keeps you listening for the next chapter, it is functioning as entertainment rather than a sleep cue.
How to run a fair one-week experiment
Changing several sleep variables at once makes it impossible to know what helped. Use a simple comparison instead of chasing dozens of tracks.

- Define the problem. Write down whether awakenings follow a specific outside event, whether falling asleep is the main issue, or whether there is no obvious sound trigger.
- Set a baseline. For three nights, keep your usual routine and record approximate time to sleep, awakenings you remember, wake time, and morning alertness. Do not obsess over exact minutes.
- Choose one intervention. Use earplugs for external noise, music for relaxation, or environmental control when the room itself is the issue.
- Keep the dose stable. Use the same volume, timer, earplug fit, and bedtime for at least three nights. Avoid comparing a loud all-night track with a quiet 20-minute track and calling the result a sound-color difference.
- Check safety and comfort. Confirm that alarms remain detectable, ears are comfortable, and no ringing or muffled hearing appears.
- Decide using function, not novelty. Keep the option that produces easier sleep, fewer remembered disruptions, and better daytime functioning without increasing volume or dependence on a device.
Common failure modes and fixes
The masker is louder than the problem
A loud track can become its own sleep disruptor and raises hearing risk. Lower it until it is barely sufficient, use a timer, or switch to physical blocking.

Recheck the insertion technique, try a different size or softer material, and avoid forcing a plug into a painful ear. Persistent irritation, discharge, or blocked hearing calls for medical advice.
A partner still wakes you while wearing earplugs
Combine earplugs with changes at the source: ask the partner to reduce sudden sounds, move a vibrating phone, or use separate alarms and visual signals. If loud snoring or gasping is present, the snorer should seek clinical evaluation rather than relying on masking.
Music helps initially but causes later awakenings
Shorten the timer, remove lyrics, choose a less emotionally charged track, or test silence. Do not compensate by increasing volume.
You need sound every night and become anxious without it
That pattern may reflect a learned sleep cue rather than proof that a particular frequency is therapeutic. Gradually shorten playback, alternate with quiet nights, and strengthen the regular schedule and bedroom conditions.

Safety boundaries
Keep any audio comfortable and quiet. Prolonged loud music can contribute to noise-induced hearing loss, and earbuds may create pressure, moisture, or irritation when worn overnight. Earplugs can reduce awareness of alarms and conversations, so test your safety plan before relying on them.

The available studies do not establish long-term benefits for any sound color. The 2026 pink-noise study involved only 25 analyzed healthy adults in a controlled laboratory, and its findings cannot be generalized automatically to infants, people with diagnosed sleep disorders, or people with hearing conditions. If insomnia persists, causes substantial daytime impairment, or includes choking, gasping, severe restless legs, or dangerous sleepiness, seek a qualified clinician rather than escalating sound exposure.
Choosing in one minute
- Is an intermittent outside sound waking you? Try well-fitted earplugs first, provided you can maintain alarm and safety awareness.
- Is the room quiet but your mind is active? Try familiar, low-arousal music at a low volume with a timer.
- Do you simply prefer natural ambience? Test rain, ocean, or wind recordings as a personal preference, not a proven treatment.
- Are you considering brown or pink noise because it is marketed as superior? There is no consistent evidence for colored-noise benefits, and continuous pink noise reduced REM sleep in one small laboratory study.
- Is noise not the problem? Prioritize a consistent schedule and a quiet, cool, dark room.
Frequently Asked Questions
Can I combine earplugs with quiet music?
You can trial the combination if you remain able to detect required alarms and the audio stays comfortable. Change one element at a time when evaluating whether it helps, and stop if either device causes pain, ringing, or repeated awakenings.
Are foam earplugs better than silicone earplugs for sleep?
The cited 2026 study did not compare brands or materials. The better choice is the one that seals comfortably, stays in place for your sleeping position, and does not interfere with safety awareness.
The Tool Desk
Outbyte PC Repair FREEClear out junk files and repair common Windows errorsFree Scan →Outbyte Driver Updater FREEFix the driver behind crashes, sound loss and screen glitchesFind Drivers →Should I use an app that claims to deliver therapeutic frequencies?
Treat frequency claims cautiously. Current reviews do not show a consistent sleep benefit for colored noise, so judge an app by comfort, volume controls, timer reliability, privacy, and whether it improves your own sleep without side effects.
Is silence always better than sound?
Not necessarily. Silence is a sensible default when external noise is absent, but some people relax more easily with quiet music or nature audio. No reviewed option is guaranteed to improve sleep for everyone.
What if I wake up when a timer stops the audio?
Try a longer fade, a lower continuous level, or no playback for several nights. If the stopping sound is the trigger, physical blocking or environmental changes may be more appropriate than extending loud playback.
Can these options treat chronic insomnia?
They may support comfort or sleep habits, but the evidence does not establish any noise color as an insomnia treatment. Persistent or impairing insomnia warrants assessment by a qualified clinician.
