Why Cheap Meals Can Still Be Nutritious: A Guide to Building a Balanced Plate

Affordable meals can include a grain, produce, and protein. Use what you have, compare unit prices, and plan storage and leftovers to avoid waste.

Cheap meals can be nutritious. Build them from a few varied food groups—such as a grain, vegetables or fruit, and a protein food—and plan around what you already have. USDA guidance offers practical ways to make a food budget go further, but it does not identify one universally cheapest menu: prices vary by location, season, retailer, and what your household will use.

Build a balanced meal with affordable building blocks

Use a flexible formula rather than aiming for a perfect plate at every meal: start with a filling base, add a vegetable or fruit, and include a protein food. Dairy or a fortified soy alternative can fit where it suits the meal and your needs. USDA recommends variety and limiting added sugars, saturated fat, and sodium; individual nutrition needs differ.

Choose foods that work in more than one meal

USDA budget materials name options including oatmeal, brown rice, whole-wheat bread, potatoes, carrots, beans, peanut butter, tofu, canned tuna, eggs, and low-fat or nonfat milk or yogurt. These are examples, not a national ranking of the cheapest foods. Check local unit prices and choose items you expect to eat.

Put beans to work

Beans, peas, and lentils count in MyPlate’s Protein Foods group and also in its Vegetable group. For food-group accounting, MyPlate counts ¼ cup of cooked beans as one ounce-equivalent in the Protein Foods group. That classification is useful when planning variety; it does not mean every meal has to follow a rigid formula.

  • Combine leftover vegetables, grains, and protein foods in soup, pasta, or a grain bowl.

These are simple combinations, not tested recipes or claims that a particular meal costs a set amount.

Plan meals before you shop

A short plan can help prevent buying ingredients that go unused. Start by checking the refrigerator, freezer, and cupboards, then plan around what is already there. Consider your budget, schedule, preferences, and how you can use leftovers. USDA offers free planning guidance in its Healthy Eating on a Budget resources.

  1. Check what you have at home, including open packages and foods that should be used soon.

  3. Write a shopping list for the missing items, with amounts you are likely to use.
  4. Plan how to store extra portions; freeze food you will not eat soon.

USDA’s Food and Nutrition Service puts the idea simply: “Healthy eating is important at every age—and can be done on a budget.” The quote appears in its March 2022 Eat Healthy on a Budget tip sheet.

Compare value, not just the package price

A lower sticker price does not always mean a better buy. When comparing similar products, check the shelf label’s unit price—the cost per standard amount—rather than package price alone. Then consider how much you can actually use, how long it will keep, and whether you have the time and equipment to prepare it. The cost per edible serving depends on the specific product and local price.

  • Unit price: Compare similar items and package sizes using the shelf label.
  • Usable amount: Consider what remains after draining, cooking, or trimming.
  • Storage and waste: Buy an amount you can store safely and expect to eat.
  • Preparation: Factor in cooking time and equipment as well as the purchase price.
  • Nutrition label: Where relevant, compare sodium, added sugars, and saturated fat.

USDA’s budget guidance recommends comparing unit prices and buying only amounts likely to be used. A larger package can make sense for foods that store well, but only if it will not lead to waste.

Use fresh, frozen, and canned foods strategically

Fresh, frozen, and shelf-stable foods can all help make meals work. USDA recommends using fresh items first and keeping pantry and freezer options for later meals. Dried beans, whole grains, and frozen vegetables are examples of foods that may suit a bulk purchase when you have storage space and a plan to use them.

Sales can help, and rotating among fresh, frozen, and canned produce gives you options. For packaged foods, check the label for sodium or added sugars where those are relevant to your choices. USDA’s January 2024 MyPlate fruits-and-vegetables savings tip sheet says, “Most of us (more than 8 in 10 in fact!) do not eat the right amount of fruits and vegetables.” That is a general U.S. statement, not a measure of an individual reader’s diet or of produce prices.

Make leftovers part of the plan

Cooking a larger quantity can save effort when you have a realistic plan for the extra food. Decide which meals will use the leftovers, refrigerate or freeze portions appropriately, and freeze what will not be eaten soon. A big batch is not a saving if it spoils or is never served.
