For adults, the sleep habits best supported by health guidance are getting enough sleep, keeping a steady sleep schedule, and making the bedroom quiet, cool, and dark. Daytime light and activity, plus sensible timing of screens, caffeine, and alcohol, can also support better sleep. Sleep helps with learning and long-term memory, but these habits are not proven to prevent dementia or guarantee that memory will be preserved.
How sleep supports learning and memory
Sleep helps with learning and the formation of long-term memories, while insufficient or poor-quality sleep can make it harder to focus and think clearly. That makes sleep relevant to everyday cognitive function. It does not establish that a specific bedtime routine prevents dementia or long-term memory loss. NIH’s healthy sleep guidance discusses sleep’s role in learning and memory; CDC guidance also describes sleep as important to health and well-being.

Which habits can support healthier sleep?
Allow enough time for sleep
The American Academy of Sleep Medicine (AASM) and Sleep Research Society (SRS) recommend that adults aged 18–60 sleep at least seven hours per night on a regular basis to promote optimal health. This is a population-level recommendation, not a precise prescription for every person: individual sleep needs vary. The consensus associates regular sleep below seven hours with adverse health outcomes. More than nine hours may be appropriate for young adults, people recovering from sleep debt, or those who are ill; for others, the relationship between longer sleep and health risk is uncertain. This adult recommendation should not be applied as a universal target for children or every older adult. See the 2015 AASM/SRS consensus statement.

Keep a consistent schedule
Go to bed and get up at roughly the same time each day, including weekends. If possible, keep weekend shifts to about an hour or less; a large change can make it harder to maintain a steady sleep pattern. NHLBI’s healthy sleep habits guidance offers the one-hour suggestion, while the CDC advises a consistent daily schedule.

Make the bedroom conducive to sleep
Keep the room quiet, cool, and dark. If noise or ambient light is difficult to control, earplugs or a sleep mask may help reduce those particular distractions; they are optional environmental aids, not memory treatments. For screens, CDC advises turning off electronic devices at least 30 minutes before bedtime. NIH suggests avoiding screens for about an hour. These are practical recommendations, not a single proven cutoff that suits everyone.
Use daylight and activity to support your routine
Get natural light during the day, especially outdoors, and make regular physical activity part of your routine. Daytime sunlight helps regulate daily sleep patterns. If naps make it harder to sleep at night, take them earlier or limit them; NHLBI recommends that adults keep naps to 20 minutes.

Time caffeine and alcohol thoughtfully
Avoid caffeine in the afternoon or evening if it interferes with your sleep. NIH notes that caffeine’s stimulating effects can last eight hours or longer, so an afternoon coffee may still affect bedtime; that duration is a caution, not a universal cutoff. Avoid alcohol close to bedtime, too. It may initially make you feel sleepy but can fragment or lighten sleep later. See NIH’s guidance on healthy sleep and NHLBI’s recommendations.

Do not assume a supplement or sleep product will improve memory. NIH cautions that supplements and sleep products can carry risks, and that a melatonin product’s content may differ from its label. Discuss a product with a healthcare professional if you are unsure whether it is appropriate for you.

What to do if sleep problems persist
Ongoing trouble sleeping deserves more than a checklist of bedroom changes. Talk with a healthcare professional, particularly if sleep problems persist or you suspect another sleep disorder. For adults with chronic insomnia, the AASM strongly recommends multicomponent cognitive behavioral therapy for insomnia (CBT-I). Its guideline conditionally recommends against using sleep hygiene alone as treatment. That does not mean healthy sleep habits are useless; it means they are not a substitute for an evidence-based treatment plan for chronic insomnia. Read the 2021 AASM clinical practice guideline.
