How to Use White, Pink, or Brown Noise for Sleep

No noise color is proven best for sleep. See what the evidence says and how to test whether steady sound masks a specific disturbance without disrupting sleep.

White, pink, and brown noise sound different, but current evidence does not show that one is reliably best for sleep. If you try one, treat it as a personal way to mask a specific distracting sound—not as a proven sleep treatment. Choose the sound you find least intrusive, keep it unobtrusive, and stop if it disrupts sleep or masks sounds you need to hear.

What white, pink, and brown noise do—and do not do

White, pink, and brown noise describe different distributions of sound energy across frequencies. That changes how each one is perceived: white noise often sounds brighter or more hiss-like, while pink and brown noise are commonly described as lower or deeper. These are listening descriptions, not evidence that one color improves sleep more than another.

A steady sound may help by making sudden, intermittent sounds—such as traffic or voices—less noticeable. That is masking: the steady sound makes a disturbance less distinct. It is not the same as removing the disturbance, improving sleep for everyone, or treating insomnia. If the room is already quiet and the sound itself draws your attention, adding noise may be unhelpful.

The central practical question is therefore not “Which color is scientifically best?” but “Does a comfortable, steady sound make the specific noise bothering me less distracting without creating a new problem?”

What the sleep evidence actually shows

The broader review found no strong support for auditory stimulation

A 2022 systematic review by Capezuti and colleagues in the Journal of Clinical Sleep Medicine examined 34 studies involving 1,103 people. It included 18 white-noise studies, 11 pink-noise studies, and six multiaudio studies. Nineteen studies reported positive sleep findings, but the reviewers concluded that the evidence was not strong enough to support auditory stimulation as a sleep intervention.

The study results varied, and many had risks of bias or limitations in how sleep was measured. Intensity and frequency were often not reported, making it difficult to compare one experiment with another or reproduce a particular result at home. The review’s count of positive findings is not equivalent to a large, definitive trial: the underlying studies were small and varied, and the findings do not establish that a particular noise color reliably helps.

A positive result in one small experiment might mean that a participant slept better, fell asleep sooner, or reported a subjective improvement. Those outcomes are not interchangeable, and they do not necessarily show a consistent change in sleep architecture. The review therefore supports uncertainty rather than a prescription for a particular sound.

A small 2026 laboratory study raises a specific caution about pink noise

In a seven-night controlled laboratory study reported in the journal Sleep in 2026, investigators studied 25 healthy adults. The crossover design exposed participants to different combinations of environmental sound, pink noise, and earplugs, allowing each person’s results to be compared under more than one condition. Environmental sound events peaked at 45–65 dBA, and pink noise was played at 40 or 50 dBA. These were experimental conditions, not recommended settings for a bedroom.

Compared with a noise-free control, environmental noise reduced N3 deep sleep, while pink noise reduced REM sleep. Penn Medicine’s report on the study described nearly 19 minutes less REM sleep with pink noise at 50 dB. That is a result from this small, controlled study, not a typical effect to expect for any individual or proof that pink noise will reduce everyone’s REM sleep. A change in a measured sleep stage also does not tell you how rested every participant felt the next morning.

Adding pink noise to environmental noise worsened sleep structure overall in the study, although some measures improved modestly depending on the pink-noise level. Foam earplugs mitigated nearly all effects of the tested environmental noise, but began to fail at the highest tested level. The results support caution and further study; they do not establish what happens with long-term use at home or for people outside the study’s healthy-adult sample.

Masking effects can depend on the noise source

A related 2026 study abstract reported that pink noise reduced arousals and awakenings caused by aircraft noise in a dose-response pattern, while earplugs performed better. The probability of waking or having an arousal also varied by noise source. Together, these findings suggest that a steady sound may mask some disturbances better than others.

Aircraft noise, a neighbor’s voice, a truck passing the house, and a baby crying are not interchangeable signals. A smooth background may make a repetitive hum less salient yet fail to conceal a sudden or meaningful sound. It may also conceal a sound you need to hear, such as a smoke alarm, phone alert, doorbell, medical device, or child waking. Never assume that a masking track preserves normal awareness of safety-relevant sounds.

How the three colors compare for a sleep experiment

Sound Common listening description What the cited sleep evidence supports
White noise Often brighter or more hiss-like Included in the 2022 review, which found that overall evidence for auditory stimulation was not strong enough to support it as a sleep intervention.
Pink noise Often described as lower-sounding than white noise Included in the 2022 review. In a small 2026 laboratory study, it reduced REM sleep relative to a noise-free control under the tested conditions.
Brown noise Often described as deeper or lower-sounding The cited evidence does not establish a sleep benefit or an advantage over white or pink noise.

This is not a ranking. The review included white and pink noise and multiaudio interventions, but robust head-to-head comparisons of white, pink, and brown noise are lacking. A deeper sound may feel more comfortable to one person and more irritating to another; preference does not demonstrate a difference in sleep benefit.

The names describe spectral emphasis, not therapeutic strength. “Brown” does not mean calming by definition, “pink” does not mean sleep-promoting by definition, and “white” does not mean harmful by definition. A label can help you find a sound with a familiar timbre, but it cannot substitute for observing how that sound affects your own night.

How to try noise without treating it as a prescription

  1. Identify the disturbance. Notice what is interrupting or distracting you: for example, intermittent traffic, voices, aircraft, or another recurring environmental sound. If no particular sound is bothering you, there may be no reason to add steady audio. Write down whether the problem is the sound itself, its unpredictability, or concern that you might miss an important signal.
  2. Address the source where practical. Closing a window, moving the bed, asking for quieter hours, or reducing a device’s volume may remove the disturbance without adding another sound. If source control is not feasible, compare masking with an option such as earplugs, taking account of the sounds you must still hear.
  3. Choose a sound you already find comfortable. Try white, pink, or brown noise according to how it sounds to you, not claims that a particular color is proven best. A white-noise machine, existing speaker, or other playback device can provide steady audio, but the evidence does not show that you need a dedicated device or that buying one improves sleep. Do not feel pressure to purchase a branded machine to test the idea.
  4. Keep playback unobtrusive. Use a comfortable level that does not call attention to itself. The reviewed sources do not establish a universal evidence-based volume or duration, so do not treat the laboratory sound levels as home-use instructions. The 40- and 50-dBA pink-noise settings in the laboratory were part of an experiment, not targets to copy with a phone or speaker.
  5. Change one factor at a time. If you switch color, placement, and playback device simultaneously, you will not know what helped or hurt. A simple note about the sound used, the disturbance present, awakenings, and how you felt the next day can reveal whether the arrangement is useful to you, while recognizing that a few nights cannot establish a medical effect.
  6. Pay attention to the result. If the sound makes the disturbance less noticeable and does not itself bother you, it may be useful for your situation. If it keeps you alert, seems to worsen sleep, causes you to focus on its loop or changes, or masks a sound you need to hear, stop or change your approach.

This is a preference experiment, not a validated treatment plan. The available evidence does not establish an optimal noise color, volume, duration, schedule, or long-term effect. If persistent sleep difficulty continues when the room is quiet, changing noise colors repeatedly is unlikely to answer the underlying problem; discuss ongoing insomnia or major daytime impairment with a qualified clinician.

When earplugs may make more sense

If the problem is environmental noise, earplugs are a relevant alternative to adding continuous sound. In the 2026 controlled study, foam earplugs mitigated nearly all effects of the tested environmental noise except at its highest tested level, and they performed better than pink noise on the measured sleep outcomes. That finding applies to the study’s setup; it does not prove that every earplug performs equally well or that earplugs suit every person, room, or situation.

Fit, comfort, ear health, and the need to hear alerts all matter. A poorly fitting plug may not reduce the disturbance, while an uncomfortable one can become a new source of awakenings. The study tested foam earplugs under controlled conditions; it did not compare every material, shape, or consumer model. Treat earplugs as an option to evaluate, not as a universal replacement for sound masking.

Consider the sounds you need to remain aware of before blocking noise. A masking sound or earplugs may make some sounds harder to notice, and the cited evidence does not establish that either option reliably preserves awareness of alarms or other important sounds. If that matters in your setting, do not assume you will hear them as usual; use an alerting arrangement designed for your needs rather than relying on an audible signal alone.

Common setup problems and what they mean

  • The sound is irritating. A spectrum that feels gentle to one person may feel sharp, heavy, or monotonous to another. Try a different color or remove the sound rather than increasing it to overpower the irritation.
  • It does not cover the disturbance. Masking is source-dependent. A steady track may do little against a nearby conversation or a sudden bang. Source reduction or earplugs may be more appropriate than turning the playback up.
  • You sleep worse with it. The sound may be drawing attention, changing sleep structure, or simply not matching your preference. The 2026 pink-noise finding is a reminder that “background” does not automatically mean benign.
  • You cannot hear important signals. Reconsider both masking and earplugs if you need to hear a child, alarm, phone, or medical alert. Safety takes priority over covering an intermittent annoyance.
  • You keep chasing a color. There is no established winner among white, pink, and brown noise. Repeatedly changing tracks cannot overcome a disturbance that requires source control or a different sleep strategy.

How to interpret claims that a noise color “helps you sleep”

  • A personal preference is not a clinical result. Liking a sound, or finding it less irritating, does not prove that it improves sleep stages or works for other people.
  • Masking is not the same as better sleep. A sound can make a disturbance less noticeable without demonstrating a reliable improvement in sleep.
  • A small laboratory result is not a home-use rule. The 2026 pink-noise findings came from 25 healthy adults under controlled conditions. They warrant caution but cannot predict an individual’s response or settle long-term everyday use.
  • Brown noise is not established as superior. The cited material does not show that brown noise outperforms white or pink noise, despite claims sometimes attached to sound-color labels.
  • A device is not a treatment. A machine or speaker is simply a way to play audio. No evidence here shows that a dedicated product, a particular app, or a premium purchase improves sleep compared with another convenient way to produce a comfortable steady sound.

Who might reasonably experiment with steady sound?

Northwestern Medicine quotes Roneil G. Malkani, MD, a neurologist and sleep medicine physician and scientist, as saying that people most likely to benefit are those sensitive to noise or living in noisy places. That is a practical rationale for considering masking, not proof of a benefit for every noise-sensitive person. The most defensible reason to try steady sound is that a particular environmental disturbance is bothering you and the sound makes it less distracting without causing a new problem.

If noise is not the issue, the evidence described here offers no basis for expecting white, pink, or brown noise to improve sleep on its own. Nor does it establish a color, volume, or schedule that should be used as a general recommendation.

Questions readers commonly ask

Which noise color is best for sleep? No color has been shown to be reliably best. Choose based on comfort and whether it masks the specific disturbance without becoming distracting.

Does brown noise help you sleep? It may be a comfortable masking sound for some people, but the cited evidence does not establish a sleep benefit or superiority over white or pink noise.

Can pink noise improve deep sleep? The 2026 laboratory study found environmental noise reduced N3 deep sleep, but pink noise reduced REM sleep relative to a noise-free control. It did not establish a general deep-sleep benefit, and its 25 healthy participants and controlled conditions limit generalization.

Should I use the same volume as the study? No. The study’s 40- and 50-dBA pink-noise levels were experimental conditions. There is no universal evidence-based home volume in the cited sources; keep playback comfortable and unobtrusive.

How long should noise play? No optimal duration or schedule has been established. Use it only while it is helping and stop if it disrupts sleep, draws attention, or masks needed sounds.

Can noise masking hide an alarm or a crying child? It can make some sounds harder to notice, and the cited studies do not guarantee preservation of safety-relevant signals. Test your setup carefully and do not rely on ordinary hearing alone when an alert is essential.

What if I still cannot sleep? Stop treating noise as the solution if it is not helping. Persistent insomnia, frequent awakenings, or substantial daytime symptoms deserve an evaluation rather than endless experimentation with sound colors.

What volume should I use?

No universal evidence-based home volume is established. Keep playback comfortable and unobtrusive, and do not copy the study’s 40- or 50-dBA settings as instructions.

Should I buy a white-noise machine?

A dedicated machine is not proven necessary. An existing speaker or another convenient playback method can test whether steady sound helps you.

Are earplugs a better option?

Foam earplugs outperformed pink noise on measured outcomes in one controlled 2026 study, but fit, comfort, safety, and the need to hear alerts vary by person and setting.

Special offer. See more information about Outbyte and uninstall instructions. Please review EULA and Privacy policy.

Can masking hide important sounds?

Yes. Masking or earplugs may make alarms, a child crying, or other important signals harder to hear. Do not rely on ordinary hearing alone when an alert is essential.

How long should I use noise?

There is no established optimal duration or schedule. Use it only while it helps and stop if it worsens sleep or creates a safety problem.

The Bottom Line

White, pink, and brown noise are different sound profiles, not proven sleep treatments. Evidence from a 2022 review remains weak, and a small 2026 laboratory study found pink noise reduced REM sleep while foam earplugs better mitigated tested environmental noise. If you experiment, use the most comfortable unobtrusive sound to mask a specific disturbance, compare it with source control or suitable earplugs, protect awareness of important alerts, and stop if sleep gets worse.
