You can make your current phone less distracting without losing access to calls, messages, maps, or other tools you rely on. Start by checking which apps and alerts are taking your attention, then silence low-value notifications and schedule a quiet mode. Add app limits or grayscale only if those first changes are not enough.
1. Find out what is pulling your attention
Before changing settings, check your phone’s usage report. Look for the apps you spend the most time in, how often you pick up the phone if that figure is available, and which apps send the most notifications. The goal is to identify specific triggers—not to hit an arbitrary screen-time target.

2. Turn off notifications you do not need
Start with alerts that mainly promote, recommend, or pull you back into an app. Keep notifications that matter to you, such as calls, direct messages from important people, calendar reminders, authentication requests, safety alerts, or work-critical updates. There is no universal keep-list: decide based on what you need to receive promptly.
Change notifications in the phone’s settings or in the individual app. If an app offers separate categories, you may be able to silence promotions while keeping useful alerts. Make one change at a time if you are unsure what a category controls.
3. Schedule quiet periods and allow what matters
A scheduled quiet period prevents your phone from interrupting every task while preserving selected channels. Set it for times when you want fewer interruptions—such as work, study, meals, or sleep—and allow the people or apps you still need to reach you.

On iPhone: use Focus
Open Settings > Focus, choose a Focus such as Work, Personal, or Sleep, and select the people and apps that can notify you. You can schedule a Focus by time, location, or app where those options are available. Apple’s setup guide covers the controls: Set up a Focus on iPhone.
On supported iPhones, you can also associate a simpler Home Screen with a Focus, reducing the number of attention-grabbing apps you see when the mode is active.
On Android: use Focus mode or Do Not Disturb
Use Focus mode to pause selected distracting apps, or use Do Not Disturb or another available mode to filter interruptions. Focus mode can be scheduled on supported devices. Menu names and availability vary by manufacturer and Android version; Google’s Digital Wellbeing instructions describe the options.

4. Add friction to your most distracting apps
If a particular app leads to longer sessions than you intend, set a modest limit for that app rather than restricting everything. A limit is a reminder and obstacle, not a guarantee that you will stop using the app.
iPhone: set an App Limit
In Settings > Screen Time, open App Limits and add a limit for the app or category you want to rein in. Apple’s Screen Time guide explains the available controls. Choose a limit that gives you room for necessary use while interrupting unplanned sessions.

Android: set an app timer
In Settings > Digital Wellbeing & parental controls, select the app and set an app timer. When the timer runs out, Android closes and dims the app. The timer resets at midnight, and you can remove it early, so treat it as useful friction rather than an unbreakable block. Steps vary by device; see Google’s guide.
Independent reader supportYour contribution helps us test, update, and keep practical guides available for everyone.5. Make the home screen less tempting
Move high-draw apps off the first Home Screen or out of the dock, and keep the apps you use intentionally easy to find. That adds a small pause before opening an app without removing it from your phone.

Google documents grayscale as an option within Bedtime display settings on supported Android phones. On iPhone, use display and accessibility settings if grayscale is available on your version. Treat it as an experiment, not a cure: reducing the visual appeal of apps may help create friction, but it does not address every reason you reach for the phone.

6. Review the changes after a week
After a week, check the same usage measures you noted at the start. Compare screen time and pickups where available, and ask whether the changes reduced unwanted checking without hiding communications you need. Keep what helps, adjust limits that block legitimate use, and remove settings that add hassle without reducing distractions. This is a practical self-check, not a promise that a particular setting will work for everyone.
What the evidence says about these tools
A 2023 randomized field experiment by Laura Zimmermann and Michael Sobolev followed 112 participants over several weeks. Grayscale produced an immediate significant reduction in objectively measured screen time compared with monitoring alone, while self-committed app time limits produced a smaller, more gradual reduction. The study’s abstract reported no immediate causal effect on subjective well-being or academic performance. These findings support trying targeted friction, but they do not establish that every person will see the same result: Digital Strategies for Screen Time Reduction: A Randomized Field Experiment.
A separate randomized controlled trial tested a bundle of ten strategies, including disabling non-essential notifications and grayscale. Its abstract reports reduced problematic smartphone use and screen time and improved sleep quality versus control; because the strategies were combined, those results cannot be credited to any single setting: A Nudge-Based Intervention to Reduce Problematic Smartphone Use.
