How to Prevent Blisters and Hot Spots When Using New Hiking Insoles

Break in new hiking insoles with short walks in your actual trail shoes and socks. Learn what to check when rubbing starts and when to stop.

Wear new hiking insoles with your intended hiking shoes and socks on short, easy walks before taking them on a long hike. Increase walking time and distance only while the setup stays comfortable, and stop at the first burning or rubbing sensation to find and fix the source of friction.

Why new insoles can cause rubbing

An insole changes the space and feel inside a shoe. The combination of footwear, insole, and sock—not the insole alone—determines whether your foot is held securely without being crowded. A supportive, mid- or high-volume insole may reduce excess space and help stabilize a slipping heel in some shoes, but an insert that crowds the toes or instep can create new pressure.

Other contributors include heel movement, a tight spot, a wrinkled sock, moisture, grit or other debris, and long toenails. A hot spot is an early warning: REI describes it as “a sign of pressure that occurs on the skin before it becomes a full-fledged blister.”

How to break in new hiking insoles

Check the complete setup first

  1. Place the insole in the hiking shoes or boots you plan to wear. Make sure it lies flat and is seated correctly.
  2. Put on the socks you intend to hike in. Check that your toes and instep still have adequate room and that the insole has not made the shoe feel cramped.
  3. Lace the footwear snugly, without creating a pinch point. Walk indoors and pay attention to pressure, heel movement, and whether the sock shifts or bunches.

REI recommends using the intended socks and insoles while gradually breaking in hiking footwear, then progressing from short walks to longer walks and trail use. Increase distance—and, when relevant, pack load—gradually rather than testing a new combination on a demanding outing. If a brief walk causes rubbing or a new pressure point, adjust the setup before going farther.

Build up wear gradually

Start with brief, easy walks. After each early outing, check your feet for redness, abrasions, blisters, swelling, discoloration, unusual warmth, or open skin. If the setup remains comfortable, extend the next walk. Do not treat increasing or worsening pain as something you need to “walk off.”

There is no single break-in schedule that applies to every insole. NHS wear-in schedules are for prescribed orthoses and vary by device and service; for example, one NHS trust suggests 30–60 minutes on the first day, while another gives a shorter initial period for offloading orthotics. If you have prescribed insoles, follow the instructions from your own orthotist rather than adopting a generic schedule for aftermarket hiking insoles.

Hiking Boot Insoles for Men & Women - Arch Support Inserts
  • Hiking Insoles for Men and Women: The arch is medium and cushioned, not stiff. They are soft enough for comfort over ten miles, but firm enough to keep your foot steady on rocks and roots. You will really notice the difference on long downhills
  • Up to 56% Shock Absorption: When you carry a full pack, every step can feel heavier. Our shock layer takes in up to 56% of impact before it reaches your knees and lower back, so you stay comfortable all day
  • Up to 47% Energy Return: The arch returns up to 47% of the energy you put into each step, rather than just absorbing it. It also helps take pressure off your knees when you walk downhill. By the end of a long day, your legs will feel the difference
  • Dry Feet on Tough Climbs: A breathable cover and non-sweat layer pull heat and moisture away from your skin, keeping your boots drier on steep climbs and in warm weather. Wet feet cause blisters, and this helps prevent them
  • Sized for Men and Women who Hike: Use the size chart to find your fit. Place your boots' insoles on top and trim around the front for an exact fit. These insoles are light enough for trail runners and tough enough for backpacking boots

What to do when a hot spot starts

Stop and check the cause

Stop as soon as you feel burning or rubbing. Dr. Grant Lipman, quoted by REI, puts it simply: “Don’t wait.” Take off the shoe and sock and inspect both your skin and the footwear. Look for a sock crease, grit, a tight or loose area, heel slip, or a pressure point created by the insole. Re-lacing may help with some rubbing patterns; if the insole is crowding the shoe, do not try to solve that by tightening the laces further.

Protect the area before walking again

Paper medical tape, moleskin, or a padded blister bandage can protect a vulnerable spot from further rubbing. REI’s general hiking guidance also highlights well-fitting footwear, foot hygiene, moisture management, and sock choices suited to the hiker. These measures may help manage friction, but no particular sock, tape, or insole is guaranteed to prevent blisters for everyone.

Superfeet Hike Support Insoles, 9.5–11 Men / 10.5–12 Women
  • Durable Arch Support: Proprietary EVOLyte carbon fiber and polymer blend provides responsive weight-defying support and stability for the trail.

Before resuming, correct the likely source and take a few steps to see whether the rubbing has stopped. If the discomfort returns, ends your ability to walk normally, or the skin is damaged, stop the outing rather than continuing to irritate the area.

How to tell whether the fit needs to change

Assess the shoe, insole, and sock together on progressively longer walks. When comparing combinations, check:

  • Athletic shoes insoles keep you on your feet longer
  • Shoe insoles provide flexible side-to-side support so you can move more, in any direction
  • Arch support insoles help protect feet, knees & lower back from shock
  • Athletic insoles for men designed for multiple sports & athletic activities including fitness classes
  • Space: Does the insole crowd your toes or instep, or leave enough room for the sock you will wear?
  • Heel stability: Does the heel still slip, or has the insole made the shoe feel more secure without creating pressure elsewhere?
  • Shape and support: Do the insole’s arch and heel shape suit your foot and the footwear?
  • Cushioning and sock thickness: Does the combination feel comfortable, or does the added volume make the shoe tight?
  • Comfort over time: Does the setup remain comfortable as walks get longer?

If the insole creates a new pressure point, significantly crowds the shoe, or fails to resolve substantial heel movement, reassess the footwear-and-insole combination. A footwear specialist can help evaluate fit when adjustments do not solve the problem; forcing a poor-fitting setup is not a reliable way to prevent blisters.

If you use prescribed orthoses

Prescribed orthoses have individual wear-in instructions, so follow the advice from the service that provided them. NHS guidance for prescribed insoles recommends stopping and contacting the orthotics or podiatry department if pain persists or your feet blister or become rubbed sore. Do not cut, heat, or otherwise modify a prescribed orthosis based on general hiking advice.
