Increase fiber a little at a time, rather than making a sudden change. A rapid increase can cause gas, bloating, or cramps; adding fiber gradually over a few weeks and drinking enough fluids may make the change easier to tolerate. MedlinePlus and the National Institute of Diabetes and Digestive and Kidney Diseases (NIDDK) offer general guidance, but your needs depend on your health and circumstances.
How much fiber should you aim for?
NIDDK says adults generally need 22 to 34 grams of fiber a day, depending on age and sex. This is a broad reference range, not an individualized target. If you currently eat much less, do not try to reach the full amount overnight: a gradual increase is the more stomach-friendly approach.

How to add fiber gradually
- Notice your starting point. Check food labels for fiber and consider what you typically eat. Use the information to guide small changes, not to turn every meal into a calculation.
- Add one modest portion or fiber-rich food. For example, add beans to a familiar meal, choose whole-grain bread, or have fruit with breakfast. Check the label when the amount matters; fiber content varies by food and serving.
- Give your body time to adjust. Keep the change steady and observe how you feel before adding another. MedlinePlus advises increasing fiber over a period of a few weeks.
- Drink fluids with the change. Water and other liquids help fiber work better. There is no single fluid amount that is right for everyone; NIDDK advises asking a health professional what is appropriate for your health, activity, size, and location.
Which foods can you add?
Build variety from whole grains, legumes, fruit, vegetables, nuts, and seeds. There is no food established as the best choice for preventing discomfort in everyone. Choose a small portion that fits a meal you already enjoy, then use your own tolerance to decide what to add next.
Ground flaxseed, also called linseed, is one optional ingredient. A West Suffolk NHS Foundation Trust leaflet advises introducing linseeds gradually, starting with ¼ tablespoon daily, and taking them with fluid. That is an example from its IBS leaflet, not a universal dose or a guarantee against symptoms.

Fiber can also appear in fortified foods and supplements. MedlinePlus notes that people eating a balanced diet likely do not need a fiber supplement, and that supplements or fortified foods may worsen gas and bloating. Consider food sources first and ask a health professional before using a supplement if you have questions about whether it is suitable for you.
What if fiber makes you bloated or gassy?
If discomfort starts after an increase, reduce the recent change temporarily and resume more slowly once symptoms settle. MedlinePlus patient instructions advise lowering fiber intake for a few days if bloating or gas occurs. Avoid responding by cutting out every fiber-rich food; the aim is to find a pace and selection you can tolerate.

What if you have IBS?
People with irritable bowel syndrome may respond differently to particular foods and amounts. NIDDK says, “Adding fiber to your diet slowly, by 2 to 3 grams a day, may help prevent gas and bloating.” This is gradual-increase guidance for IBS, not a promise that symptoms will stop or a personalized prescription.
