Your calorie needs are personal, so there is no single daily target that fits everyone. Start with an individualized estimate, use any calorie deficit as a flexible planning tool rather than a promised rate of weight loss, and adjust as your weight and needs change.
How many calories do you need to maintain your weight?
Maintenance calories are the amount of energy you need, on average, to keep your weight broadly stable. The estimate depends on factors including age, current weight and height, metabolism, sex, and physical activity. The National Institute of Diabetes and Digestive and Kidney Diseases (NIDDK) Body Weight Planner uses personal information and activity to help plan for reaching a goal weight and maintaining it afterward.

A calculator does not directly measure your metabolism or guarantee an exact maintenance number. Treat its result as a starting estimate, not a precise prescription. Use accurate personal details and an activity level that reflects your usual routine rather than an unusually active week.

How do you estimate your needs and choose a calorie goal?
- Check whether the planner fits your situation. NIDDK says its Body Weight Planner is for adults aged 18 or older; it is not intended for younger people or people who are pregnant or breastfeeding. If you fall outside that scope, or have a health condition or other dietary needs, seek individualized advice from a qualified health professional.
- Enter realistic details. Provide your current weight, height, age, sex, and a reasonable account of your physical activity. NIDDK’s guidance on food portions notes that daily calorie needs depend on age, weight, metabolism, sex, and activity.
- Choose a goal and timeline you can live with. The planner supports a goal weight and a timeframe, and incorporates physical activity. Use a realistic timeline rather than forcing a steep reduction to meet an arbitrary deadline.
- Use the result as a trial starting point. Follow the suggested plan consistently enough to judge how it works in your everyday life. Consider hunger, energy, food variety, and whether the routine fits your schedule—not only the number on a scale.
The NIDDK Body Weight Planner is a free public tool. NIDDK describes it as making personalized calorie and physical-activity plans to reach a goal within a specified period and maintain it afterward. Its information page was last reviewed in May 2017, so the page date is not evidence that every interface detail has been recently updated.

How big should your calorie deficit be?
A calorie deficit means consuming less energy than your body uses over time. It is a planning concept, not a guarantee that a particular daily reduction will produce a particular weekly result. Avoid treating one fixed “subtract this many calories” rule as right for every person: starting needs, health context, activity, and changes in body weight differ.
The National Heart, Lung, and Blood Institute guideline material discusses calorie deficits as part of weight management. As weight falls, energy needs also change, so an initial target may need revision. That background does not amount to a personalized prescription.

What pace is sustainable?
The Centers for Disease Control and Prevention (CDC) says gradual, steady weight loss of about 1 to 2 pounds per week is more likely to be maintained than faster loss. This is general guidance, not a forecast or required pace for an individual. Your actual progress may be slower, uneven, or different.
A calorie target is only one part of weight management. The CDC’s weight-loss guidance emphasizes sustainable habits; NIDDK’s healthy eating and physical activity guidance addresses eating patterns and activity. Sleep and stress management also belong in a workable routine. Leave room for normal variation and setbacks instead of making the plan so restrictive that ordinary life makes it impossible to follow.

How should you track and adjust the plan?
NIDDK notes that online trackers and smartphone apps may help record food, activity, and weight. Tracking is optional: use it if the information helps you make practical adjustments, and simplify or stop if the logging burden is not useful.
- Food labels can help you see calories per serving; check the serving size against the amount you actually eat.
- A kitchen scale is an optional way to quantify portions, not a requirement or a weight-loss solution.
- Look for patterns over time rather than reacting to a single weigh-in or day of eating.
- If progress slows, reassess the routine and estimate rather than assuming the plan has failed. NIDDK explains that metabolism slows during weight loss and a lower-weight body needs fewer calories.
Because needs can shift, revisit the estimate when your weight, activity, or circumstances change. If you are unsure whether a calorie deficit is appropriate for you, or it is difficult to eat adequately or feel well on the plan, discuss it with a qualified health professional.
