Plan your Ironman race-day food and drink in training: use familiar carbohydrate-rich food before the start, take in carbohydrate regularly during the bike and run, and tailor fluids and sodium to your tolerance, sweat losses, weather, and race conditions. Don’t force a fixed drinking volume, and check your event’s Athlete Information Guide for the products available on course.
Build a plan you have practiced
An Ironman fueling plan should fit your body, race conditions, and the products you can reliably use. Rehearse the full plan in long training sessions, including when you eat and drink and how products work at race effort. Don’t debut unfamiliar food, gels, chews, or drink mix on race day.

When choosing fuel, compare carbohydrate per serving and per hour, ingredients, format, contribution of fluid and sodium, gut tolerance, and how easily you can carry and consume it on the bike versus the run. No single brand or format is established as best for every athlete. Event nutrition can vary by race and region, so verify the current menu rather than assuming your preferred product will be supplied. IRONMAN’s event guide and competition-rules page points athletes to event-specific information.
What to eat before the start
In the days before the race
IRONMAN’s Food and Fluid Guidelines gives carbohydrate-loading ranges of 8–12 grams per kilogram of body weight per day on days three and two before race day, and 6–10 g/kg per day during the 24–48 hours before the race. These are the organization’s guidelines, not amounts every athlete should force; choose an approach you have practiced and can tolerate. The guide advises finishing the last meal or snack early the day before to support appetite and tolerance on race morning.

Race morning
IRONMAN advises beginning fueling 3.5–4 hours before the start, aiming for 3–4 g of carbohydrate per kilogram of body weight, and taking 2 g/kg—or an amount you can tolerate—two hours before the start. Use familiar foods and spread fluid intake over time instead of drinking a large volume at once. Practice the timing and food choices during training.
How much carbohydrate to take during the race
For exercise lasting more than three hours, IRONMAN’s general guideline is 60–70 grams of carbohydrate per hour; it says some athletes may tolerate up to 90 g/h. Treat these as guidance, not a universal target. Start with an amount your gut handles and rehearse the schedule in long sessions. IRONMAN recommends a mix of glucose and fructose for maximal absorption, but the total amount and combination still need to suit your individual tolerance.

Gels, sports drink, chews or blocks, and tolerated solid food can all be part of a plan. Pick formats you can carry, open, consume, and digest at race effort. On-course products can be planned fuel or backup, but check the specific event’s Athlete Information Guide for its current supply and don’t assume every race stocks the same items. IRONMAN’s fuel guide describes Maurten gels and solids and notes regional availability of Precision Fuel & Hydration PH 1000; that does not establish availability at every event.
What to drink on race day
There is no single drinking volume that suits every athlete. Sweat rate, starting hydration, sweat sodium, gastric emptying, weather, and effort all affect what you can use and tolerate. USA Triathlon recommends experimenting in training to understand individual needs. Drink according to a practiced plan and your thirst rather than trying to hit a fixed volume regardless of conditions.

IRONMAN’s guideline says maximum fluid absorption is usually 1–1.2 litres per hour, but this is not a target to force. Its guidance of 500–700 mg sodium per litre, or up to 1,000 mg/L for salty sweaters, also needs individualization; these figures do not remove the need to manage fluid intake. Review USA Triathlon’s race-day fueling guidance alongside your training experience when shaping a plan.

Overdrinking is the main risk factor for exercise-associated hyponatremia, according to the American College of Sports Medicine’s 2026 Q&A; it says drinking to thirst is reasonable for recreational endurance participants. Extra sodium does not make excessive drinking safe. If you have a medical history or unusual fluid needs, get individualized advice from a qualified health professional rather than relying on a general race guideline.
