There is no proven magic number of sets or reps for glute growth. A useful starting point is to train glutes twice a week, distribute a manageable number of challenging sets across those sessions, and use exercises you can perform with controlled technique and gradually make harder. Add work only when you are recovering and progressing.
How many weekly sets should you do for glutes?
For muscle growth, more weekly resistance-training volume tends to help on average, but the benefit diminishes and research has not established the exact set count that optimizes glute growth. The American College of Sports Medicine’s 2026 overview of 137 systematic reviews and more than 30,000 healthy adults summarizes hypertrophy benefits with higher volume, including at least 10 sets per muscle group per week as a population-level reference—not a minimum everyone must hit. The overview also notes diminishing returns around 18–20 weekly sets in a cited meta-regression and says the optimal amount cannot be determined precisely. Those figures are not a required target or hard ceiling for every trainee. Read the ACSM overview.

If you are new to structured training, returning after a break, or unsure how well you recover, begin below that reference and build gradually. Count challenging working sets, rather than warm-up sets, and consider the glutes’ contribution to compound lower-body exercises when planning your week. There is no established exact weekly target by experience level in the evidence summarized here.

How many reps should you use?
Choose a load that lets you complete your planned repetitions with controlled technique, then increase repetitions or resistance over time while keeping that technique. Glute-specific studies used varied protocols, including loads of 50%–90% of one-repetition maximum (1RM) or loads that allowed 3–12 repetitions maximum (RM). These are ranges used in studies, not proof that one narrow rep range is best. Broader resistance-training evidence supports progressive training, not a special glute-only rep band. The 2025 gluteus-maximus review describes the protocols; the ACSM overview supports progressive resistance training generally.

You do not have to take every set to the point where you cannot complete another repetition. The ACSM overview found that training to momentary muscle fatigue did not consistently affect outcomes. Prioritize repeatable, controlled work and adjust the load if your form breaks down.
How often should you train glutes?
One to three weekly sessions appeared in the glute-specific studies, so there is no evidence here that three days are necessary. Two sessions can be a practical way to spread weekly work rather than squeezing it into one workout. General frequency research suggests twice-weekly training can outperform once-weekly training when total volume is equated, but that is not proof of a glute-specific advantage. Choose a schedule that lets you perform the work well and recover between sessions. The glute review reports the study frequency range; the frequency meta-analysis addresses muscle hypertrophy more broadly.

Which exercises belong in a glute workout?
Build around movement patterns you can do comfortably and progressively load. The glute-specific review includes squat variations, leg presses, barbell hip thrusts, kneeling hip extensions, and combinations of hip-extension exercises. You do not need to include every exercise, and the evidence does not identify one equipment type as universally superior. Machines, free weights, and resistance bands are all possible tools; the ACSM overview includes elastic-band training and found equipment type did not consistently change outcomes. See the ACSM overview.

- Squat or leg-press pattern: A compound option that trains the glutes alongside other lower-body muscles. Use a comfortable, controlled range of motion.
- Hip-extension pattern: A hip thrust, hinge, or extension variation can complement squatting. Pick a version that suits your equipment and tolerance.
The 2025 review suggests prioritizing hip thrusts when the specific aim is to emphasize the gluteus maximus at the expense of other muscle groups. That is a goal-dependent finding, not a rule that hip thrusts are essential or best for everyone. Squats and leg presses are also studied options. The review found a moderate pooled effect of resistance training on gluteus-maximus hypertrophy across 11 studies (SMD 0.71, 95% CI 0.50–0.91); this group-level estimate is not a prediction of an individual’s results. See the review’s PubMed abstract.

A practical two-day starting template
This is an adaptable example, not a tested optimum. Begin with a manageable number of challenging sets, keep enough room to learn the movements, and add a further exercise or set only if you are recovering and making progress.
| Session | Exercise pattern | Example choice | How to use it |
|---|---|---|---|
| Day 1 | Squat or leg press | Squat variation or leg press | Perform controlled working sets in a comfortable range of motion. |
| Day 1 | Hip extension | Hip thrust or another hip-extension variation | Use a version you can perform consistently and progressively load. |
| Day 2 | Squat or leg press | A repeat of Day 1 or a different variation | Choose based on comfort, equipment, and ability to maintain technique. |
| Day 2 | Hip extension | Hinge, kneeling hip extension, or hip thrust | Select an option that complements the first session and that you can recover from. |
There is no single set or rep prescription established for this exact template. Start with a modest amount of work per movement, then track what you do. When you can perform more repetitions with a given load, or use more resistance for the same controlled repetitions, you have a straightforward way to progress. If performance stalls or recovery becomes difficult, hold steady or reduce work rather than adding sets automatically.

How to adjust the plan
- If you are progressing and recovering: Keep the plan steady; more work is not automatically better.
- If you are recovering well but want to increase the training challenge: Add a small amount of resistance or repetitions first. Consider adding a set only if it helps you progress.
- If you cannot maintain controlled technique: Reduce the load or repetitions and use a comfortable range of motion.
- If you are not recovering between sessions: Reduce the workload or spread it differently across the week instead of forcing a higher weekly set count.
Exercise choice can be guided by whether a movement trains the pattern you want, what equipment you have, whether you can use a controlled range of motion, and whether you tolerate and recover from it. No single movement, rep range, or piece of equipment is required for everyone.
Safety and scope
This is general training information for healthy adults, not an individualized rehabilitation or medical plan. The ACSM evidence overview concerns healthy adults aged 18 and older and resistance-training interventions lasting 6–52 weeks. If you have pain, an injury, recent surgery, pregnancy-related concerns, or medical restrictions, seek individualized professional guidance before starting a demanding program. The evidence does not promise a particular body shape, spot reduction, or a fixed timeline for visible change.
