For one beginner, that may be an empty standard bar; for another, it may be a lighter training bar, dumbbell, or machine. There is no single starting weight that suits everyone or every lift.
How to choose your first barbell weight
Use the exercise and repetition target in a beginner program rather than guessing from your body weight or testing a one-rep maximum. The American Heart Association gives 40%–60% of one-repetition maximum as a general initial intensity range for a new resistance-training program, but that is broad guidance—not a barbell-specific starting number. Estimating a maximum can be difficult for a novice, and you do not need to test one to begin.

- Start with the empty bar or very light resistance. Try the planned repetitions at a pace that lets you control the movement.
- Add small amounts only while the set remains easy and smooth. Barbell Medicine gives 5–10 lb increases as an example for finding a load; that is not a required jump, and smaller increments may be more appropriate for your lift or ability.
- Stop at a useful working weight. The set should feel like work, but you should still be able to do roughly three or four more good repetitions. Barbell Medicine describes this approximately as effort 7–8 out of 10; learning to judge effort takes practice.
- Reduce the load if control slips. If you shorten the range of motion to finish, lose control, or have to grind through repetitions, the weight is too heavy for that set.
Standard bars vary, and the empty bar may already be too heavy for some people or movements. A lighter training bar, dumbbells, or a machine are sensible alternatives when they let you practise with control. A barbell is optional, not a prerequisite for resistance training.
Ways to decide on a starting load
| Method | Useful for | Limitation |
|---|---|---|
| Empty bar and gradual warm-up sets | Finding a practical load for a particular lift without testing a maximum | The empty standard bar may be too heavy, and bars differ. |
| Percentage of estimated one-rep maximum | Structured programming and broad clinical guidance | Beginners may not know their maximum; the AHA’s 40%–60% range is not an exact barbell starting prescription. |
| Effort and repetitions in reserve | Adjusting the first working weight to how the set feels and moves | Effort ratings are subjective and take practice. |
| Lighter bar or other resistance | Practising when a standard bar is too heavy | The barbell is not essential; equipment options depend on what is available. |
These are practical alternatives, not methods proven best for every beginner. For most people, gradual warm-up sets and attention to controlled repetitions are enough to find an initial load without a maximum test.

How to tell whether the weight is too heavy or too light
It is probably too heavy when
- You cannot complete the target repetitions with consistent control and range of motion.
- Your repetitions slow into a grind or your technique changes to move the bar.
- You cannot confidently leave a few good repetitions in reserve.
Choose a lighter load rather than treating exhaustion or soreness as proof that a workout worked. NASM advises using a lighter load when sound technique cannot be maintained for the target repetitions. The American College of Sports Medicine’s review also concludes that training to momentary failure is not necessary for gains in strength, muscle size, or power.
It may be too light when
If every set is consistently controlled and you can do substantially more repetitions than the program asks for, the load may be ready to increase. Follow your program’s progression instructions when it has them; otherwise, add a small amount and check that the target repetitions still look controlled.

When and how to add weight
Progress gradually; there is no need to add weight every workout. The AHA describes a “2 for 2” option: when you can complete two repetitions beyond your target in two consecutive sessions, increase the weight by 2%–10%. The percentage is guidance, not a mandatory jump for every lift. A smaller absolute increase may make sense where a modest addition is already a large percentage of the current load.
If the added weight makes the target repetitions uncontrolled, return to the previous load or use a smaller increment. Progress can also come from adding repetitions, sets, or training frequency according to a suitable program; the AHA recommends gradual increases rather than abrupt changes.

How your training goal changes the eventual load
Goal-based percentages describe program design, not what a beginner must lift on the first day. The 2026 ACSM update summarizes strength-focused training around 80% of one-repetition maximum, power work at 30%–70% with fast lifting intent, and hypertrophy programming around 10 weekly sets per muscle group. Those figures address different training variables and do not prescribe one universal beginner weight.
The update emphasizes individualization, safety, enjoyment, and consistency for healthy adults. As Stuart M. Phillips, a position-stand author and McMaster University professor, put it: “The best resistance training program is the one you’ll actually stick with.”

Safety and when to seek guidance
This is general training guidance, not an assessment of your health or technique. If you have a significant health condition, pain, or uncertainty about how to perform a movement safely, seek individualized advice from a qualified coach or clinician. The AHA statement advises medical consultation for some populations and says to stop exercise and seek medical evaluation for symptoms such as chest pain or pressure, dizziness, excessive shortness of breath, or palpitations.
For healthy adults, ACSM’s 2026 update draws on 137 systematic reviews representing more than 30,000 participants. Its position stand describes resistance training as safe across ages for healthy adults. The same update stresses that consistency matters more than a complicated plan for typical healthy adults.
