You can spend less time checking your phone without deleting every app or giving up useful features. Start by identifying the moments that pull you into unplanned use, then quiet the prompts, add a little friction, and protect a few phone-free routines. The goal is a phone that serves your priorities—not a rule that all screen time is bad.

Start with the screen time you actually want to change

Before setting limits, look at your phone’s built-in usage report and notice which apps and times of day account for the checks you regret. Choose one modest, observable goal: for example, fewer social-app openings during focused work, or keeping the phone out of bed. There is no universal daily screen-time limit established by the evidence cited here; a useful target depends on what you want to make room for.

Separate purposeful use from automatic checking. Messaging a friend, navigating, or using an accessibility feature may be valuable even if it adds to a screen-time total. Focus on the behavior or routine that feels disruptive rather than treating every minute on a phone as a problem.

Reduce the prompts that invite you to check

Turn off sounds, banners, and vibration for apps that do not need to interrupt you. Keep alerts from essential people or services if you rely on them. A quieter phone gives you more choice about when to open it, without cutting off contact you value.

The American Psychological Association recommends deciding which phone functions are optional and silencing unnecessary notifications. It also suggests agreeing on response-time expectations with friends and colleagues, so a delayed reply does not have to feel like a failure.

Add friction to distracting apps—not to useful tasks

Move tempting social or email apps off the first home screen, place them in a folder, or sign out when you finish. These small steps interrupt the automatic path from unlocking your phone to opening an app. Keep frequently needed tools easy to reach; a change that makes ordinary tasks needlessly difficult is less likely to last.

You can also try grayscale or another display change if it makes browsing less appealing. Treat it as an experiment, not a requirement. In a 2022 randomized study of a package of smartphone-use nudges, participants were more likely to stick with disabling nonessential notifications than with grayscale or leaving the phone at home. That is a finding about those study participants, not a universal ranking of tactics.

Set check-in times and protect specific routines

Rather than trying to stop checking altogether, gradually extend the time between checks. Let close contacts know when you are working or offline and when they can expect a reply. This can reduce the pressure to respond instantly while preserving communication.

Pick a few moments when you want your attention elsewhere—such as focused work, meals, or conversation—and leave the phone out of reach during them. A scheduled Focus or Do Not Disturb setting can help, provided it still allows any calls or messages you need. Built-in usage controls and app timers can support a plan, but a reminder by itself may be easy to dismiss; pair it with a changed routine or phone placement.

Make bedtime easier without losing your alarm

Silence the phone and place it away from the bed so checking is less convenient. If you rely on it as an alarm, a standalone alarm clock is an optional substitute; no particular model has been tested here. The American Psychological Association also recommends keeping the phone away from the bed at night.

Using a wristwatch to check the time or an alarm clock to wake up can prevent a quick time check from turning into an app session. These are practical alternatives, not requirements: choose them only if they make your nighttime routine work better.

What the evidence says about trying a bundle

A 2022 randomized study tested a package of ten nudges, including disabling nonessential notifications, keeping the phone out of sight and reach, adding friction to unlocking, moving social and email apps off the home screen, and changing display settings. The report describes two studies with 51 participants in the first and 70 in the second. In the controlled study, the combined intervention reduced problematic smartphone use and screen time and improved sleep quality compared with monitoring alone.

The results support trying a small bundle of manageable changes, but they do not establish that any single tactic will produce the same result on its own or work equally well for everyone. The sample sizes were modest, so use your own experience to decide which changes are sustainable.

Review your setup and keep what works

  1. Check your usage report. Identify the apps or moments tied to unwanted checking, then pick one modest goal.
  2. Quiet nonessential alerts. Keep important contacts available if you need them.
  3. Make distracting apps less immediate. Move them from the first home screen, sign out, or use a folder.
  4. Choose check-in windows. Gradually widen the gap between checks and set expectations with people you contact.
  5. Protect one or two routines. Put the phone out of reach during work, meals, or bedtime, and use scheduled focus controls if helpful.
  6. Reassess after trying the changes. Keep tactics that help; adjust or drop those that create more inconvenience than value.

Digital contact can be an important source of connection. Reducing unplanned checking should not mean withdrawing from relationships or removing functions that make your phone useful. Aim for more intentional use, not total disconnection.
