Fibre Making You Gassy and Bloated? Low-FODMAP, High-Fibre Options to Try

Fibre can cause gas and bloating, especially when you increase it quickly or choose a type that ferments rapidly. If you have IBS symptoms, oats, psyllium and linseeds are options to consider gradually; none is guaranteed to suit everyone. The aim is to find fibre you tolerate, not to avoid fibre altogether.

Why fibre can make you gassy or bloated

Fibre is not one uniform substance. Different types have different effects: some add bulk, some form a gel, and some are fermented by gut bacteria. Rapidly fermented fibres can produce gas. FODMAP carbohydrates can also draw water into the intestine; the resulting water and gas may contribute to pain, bloating or altered bowel habits in people with IBS, although many people tolerate the same foods without symptoms. Monash University explains how fibre type and fermentation can affect IBS symptoms; its FODMAP overview describes the role of water and gas.

A sudden increase matters too. Your gut may react if you add a large amount of fibre at once, even if the food itself is otherwise suitable. Introduce changes slowly and watch how your symptoms respond.

Fibre options that may be easier to tolerate

These are options to trial, not a list of universally symptom-free foods. Their usefulness depends on the type of fibre, the portion, preparation and your individual response.

Option What to know How to approach it
Oats or oat bran Oats provide fibre. Monash says they may help constipation, abdominal pain and bloating in IBS, but notes that more studies are needed. Try a modest serving and increase gradually if tolerated. Cambridge University Hospitals lists oats as a fibre source. Read its IBS dietary advice.
Psyllium This slowly fermented fibre is less likely than rapidly fermented fibres to cause symptoms through gas accumulation. Many people with IBS tolerate it, and it may be useful particularly for IBS with constipation, but it does not suit everyone. If you choose a supplement, begin with a small dose and increase slowly over several days, following the product directions. Monash discusses fibre supplements for IBS.
Linseeds (flaxseed) Monash says up to two tablespoons a day may improve constipation, abdominal pain and bloating, while noting that further studies are needed. Introduce them gradually and monitor symptoms rather than aiming for the full amount straight away. NHS guidance also includes linseeds among options. See Cambridge University Hospitals’ guidance.
Kiwi Cambridge University Hospitals lists one to two kiwis per day in its low-FODMAP guidance. Check current local low-FODMAP serving guidance and your own tolerance; suitability can depend on portion and food combinations.
Methylcellulose or sterculia Monash discusses these as non-fermentable or less gas-forming fibre possibilities. They are options to discuss with a clinician or dietitian, particularly if you are considering a supplement.
Partially hydrolysed guar gum (PHGG) Monash describes preliminary promise, so the evidence is not as established as the option’s potential may suggest. Do not assume it will relieve symptoms; consider individual advice before adding it.

Fibres to introduce cautiously

Wheat bran may worsen symptoms for some people with IBS. Inulin, fructooligosaccharides (FOS) and galactooligosaccharides (GOS) are rapidly fermentable fibres that may aggravate gas-related symptoms. That is not a reason for everyone to avoid them: treat them as possible sensitivities and use your own symptom response, ideally with professional guidance, to inform choices. How to increase fibre without rushing

  1. Add a small amount first. NIDDK says, “Adding fiber to your diet slowly, by 2 to 3 grams a day, may help prevent gas and bloating.” This is a gradual daily increase, not a target for every person. See NIDDK’s IBS nutrition guidance.
  2. Change one thing at a time. Trial a food or supplement before adding another, so it is easier to identify what affects your symptoms.
  3. Increase only if it is going well. For a fibre supplement, start with a small dose and increase over several days toward the amount recommended for that product. Follow its directions.
  4. Get individual advice when needed. If symptoms are persistent or severe, or you have a relevant medical condition, ask a clinician or dietitian before making major changes.

How low-FODMAP eating fits in

A low-FODMAP approach is not meant to be a permanent elimination diet. Cambridge University Hospitals describes a temporary restriction phase followed by gradual reintroduction and recommends dietitian guidance. Monash describes an initial high-restriction phase of two to six weeks before transition to reintroduction; follow current local clinical advice rather than extending restriction on your own. Low-FODMAP suitability depends on serving size and food combinations. A food should not be assumed low-FODMAP in every portion; use current serving recommendations, such as those in the Monash FODMAP app, and adapt choices with professional support where possible.

How much fibre should you aim for?

Monash’s 2021 article reports recommendations of 25 g per day for adult women and 38 g per day for adult men. It also reports that 95% of Americans consume less than those recommendations, with average intake of 16 g per day. Those intake figures are US-specific, and the recommended amounts are not necessarily right for every individual. See Monash’s fibre article.
