These accessible options address different areas, require little or no equipment, and come with clear starting doses from Hospital for Special Surgery (HSS). “Tight hips and ankles” describes how an area may feel; it is not a diagnosis, and these exercises are not a substitute for an individualized rehabilitation plan.
A beginner routine for hips and ankles
Move gently and stay within a comfortable range. Do not force a stretch or push through pain. Choose the floor, kneeling, or supported standing option that you can perform comfortably and with control.
Supine figure-four stretch for the glutes and hip rotation
- Lie on your back with both knees bent.
- Place one ankle across the opposite knee, keeping the crossed foot flexed.
- Draw the supporting thigh toward your chest until you feel a stretch in the glute. HSS advises that you should not feel pain in the knee or hip.
- Hold for about 30 seconds, then repeat three times on each side.
HSS’s hip exercise guidance provides the movement instructions and dosage.
Half-kneeling hip flexor stretch
- Kneel on one knee with the other foot in front and its knee bent about 90 degrees. Use a cushion under the kneeling knee if needed for comfort.
- Gently tuck your pelvis and keep your spine neutral.
- Shift forward slightly until you feel a stretch at the front of the back hip or thigh; avoid arching your lower back to increase the stretch.
- Hold for 30 seconds and repeat three times on each side.
HSS describes this stretch as part of its hip mobility and strengthening guidance.

Wall runner calf stretch
- Face a wall and place your hands on it for support.
- Step one leg back, keeping the front knee slightly bent.
- Lean toward the wall until you feel a comfortable stretch in the back calf.
- Hold for 20 to 30 seconds and repeat two to three times per side.
This standing option needs no equipment, but use the wall for balance. The dose comes from HSS’s ankle stretches and exercises.
Long-sit calf stretch with a strap or household substitute
- Sit with one leg extended and loop a sturdy strap around the ball of that foot.
- Gently draw the foot toward your body while keeping the leg straight.
- Hold for 20 to 30 seconds, then repeat two to three times on each side.
A workout strap is optional: HSS names a belt, towel, or long bedsheet as alternatives in its ankle exercise instructions. If pulling the strap causes discomfort or you cannot keep the leg straight, ease off rather than forcing the position.

Supported calf raises for ankle and lower-leg strength
- Stand with both feet planted, holding a sturdy chair or table if you need help with balance.
- Raise both heels, pause for two seconds, then lower with control.
- HSS suggests 10 to 20 repetitions.
HSS recommends doing stretching exercises daily and strengthening exercises every other day; follow any different schedule given by your clinician. Its ankle guidance says to allow at least 6 to 8 weeks before expecting a real difference. That is a program expectation, not a guaranteed result. The AAOS Foot and Ankle Conditioning Program gives a separate instruction to continue that program for 4 to 6 weeks unless a clinician advises otherwise. These intervals belong to their respective programs, not to every mobility plan.

When to stop or seek professional advice
- Stop an exercise if it causes pain or you cannot perform it correctly. Cornell Health gives this advice for its physical therapy exercise videos and advises patients to consult their therapist.
- For ankle concerns, HSS advises medical attention for a history of traumatic ankle injury, significant weakness such as foot dragging, numbness, tingling, or other nerve-related symptoms.
- For hip concerns, HSS advises seeing a physical therapist if mobility is declining or pain or stiffness is interfering with quality of life.
- If a clinician has prescribed rehabilitation, follow that plan rather than substituting this general routine.
