Fatigue, unusually hard effort, race pace, hills, heat, preparation, and individual susceptibility can all contribute. The most dependable approach is to manage training load, identify your personal pattern, plan fluids for actual conditions, and gently stretch when a cramp starts.
Why do I cramp on long runs?
An exercise-associated muscle cramp is an involuntary, painful contraction of skeletal muscle during or immediately after exercise. It often affects the calf, hamstring, quadriceps or foot, but any heavily used muscle can tighten.

There is no single proven cause for every runner. Reviews describe a multifactorial problem in which premature muscle fatigue and altered neuromuscular control are prominent possibilities. Water and sodium losses may contribute in some athletes or conditions, but they do not explain all cramps. A runner can cramp while well hydrated, and a dehydrated runner may not cramp.

Martin P. Schwellnus’s 2007 marathon review defined the condition and stated that “the development of premature muscle fatigue appears to explain the onset of EAMC.” That is a review-level explanation, not proof that fatigue is the only mechanism in every case.

Fatigue can change muscle control
As a run continues, tired muscles and the nerves that control them may alter their firing patterns. A 2022 evidence review describes increased neuromuscular excitability and abnormal spinal-reflex activity as possible contributors, particularly when a muscle is working near its limit. The result can be a sudden, sustained contraction that you cannot voluntarily relax.
Competition also creates a common mismatch: runners may go faster or push harder in a race than they have practiced in training. The same pace may feel manageable for the first half of a marathon and become excessive after many miles. Long climbs, surges, heat and a fast finish can produce a similar gap between preparation and demand.
Fluid and sodium losses are context-dependent
Sweat removes water and sodium, and substantial losses can impair performance and increase physiological strain. That makes hydration and sodium relevant to some runners, especially in hot conditions or during very long efforts. It does not make “electrolyte depletion” a universal explanation or an automatic prescription for every cramp.

The 2019 review of exercise-associated cramps concluded that causes and cures remain uncertain. Its conclusion is consistent with the 2022 review: altered water and salt balance may be involved in some cases, while fatigue-related neuromuscular changes appear important in others. You cannot identify the mechanism from the sensation alone.
Why do my legs cramp when I run?
Leg cramps usually appear when a muscle is repeatedly loaded, shortened or stretched under fatigue. The location can offer a practical clue about what was being demanded, but it cannot diagnose the cause.

| Pattern | What it may suggest | What to review |
|---|---|---|
| Calf cramp late in a long run | Accumulated fatigue, altered stride or unusually high intensity | Recent mileage, pace, hills, footwear and calf workload |
| Hamstring cramp after surges or a fast finish | High force demand after fatigue has developed | Race pacing, speed sessions and progression of long-run intensity |
| Quadriceps cramp on hills or descents | Greater mechanical load from climbing or braking downhill | Elevation, downhill volume and strength preparation |
| Foot cramp in heat or after heavy sweating | Fatigue and, in some cases, meaningful fluid or sodium loss | Conditions, sweat rate, shoe fit and fluid plan |
| Cramping in several muscles with systemic symptoms | Possible serious heat or fluid-balance problem | Stop exercise and seek prompt medical evaluation |
These are patterns to investigate, not diagnostic rules. A cramp in one muscle does not prove that the muscle is weak, and a particular location does not prove a sodium deficiency.
Are running cramps caused by dehydration?
Sometimes fluid loss is part of the problem; dehydration is not a sufficient explanation for all running cramps. A cramp is not proof that you failed to drink enough.
Heat increases cardiovascular and thermal strain, and heavy sweating can create a substantial fluid deficit. In that setting, a sensible drinking plan can support safety and performance. The 2015 heat consensus and the 2002 NATA position statement provide broad guidance for exercise in heat and prolonged exercise, but those documents should not be read as evidence that drinking electrolytes prevents every exercise-associated cramp.
When fluid planning deserves extra attention
- Runs are long enough for meaningful sweat loss.
- Weather is hot or humid, or clothing limits heat loss.
- You are a visibly heavy sweater or regularly finish with salt residue on clothing.
- You have previously had symptoms during hot races.
- You are replacing fluids after a long effort in which thirst, body mass or urine changes indicate substantial loss.
Drink according to conditions, thirst and your established plan rather than forcing large volumes. Excessive drinking can also be dangerous. If you have a medical condition or take medication that affects fluid or sodium balance, ask a clinician for individualized advice.
Do electrolytes prevent running cramps?
Electrolytes may be useful for replacing sodium and fluid lost in sweat, but no universal electrolyte formula has been shown to prevent all long-run cramps. Evidence is mixed, and advice that applies to heat management is broader than cramp-specific evidence.

Do not treat a sports drink, salt tablet, banana, magnesium supplement, pickle juice or mustard as a guaranteed preventive measure. The 2019 review found that folk remedies and proposed cures have not been consistently effective. A product may help you meet fueling or hydration needs without addressing a fatigue-driven cramp.

| Question | If the answer is yes | Practical response |
|---|---|---|
| Was the run hot, humid or unusually sweaty? | Fluid and sodium losses may be meaningful | Use an individualized heat and hydration plan; do not assume it is a cramp cure |
| Did the cramp follow a pace surge, hill or harder-than-planned effort? | Fatigue and neuromuscular load are plausible contributors | Adjust pacing and build race-specific training gradually |
| Did the cramp occur despite ordinary conditions and moderate effort? | Another personal or medical factor may be present | Record the circumstances and discuss recurrent episodes with a clinician |
| Are you considering a new supplement or salt product? | Benefits and risks depend on dose, health and context | Do not start it solely because of one cramp; obtain professional advice when appropriate |
How do I stop cramps when running?
When a cramp begins, stop or substantially ease the effort. Continuing to force the same pace can intensify the contraction and increase injury risk.
- Stop safely. Move out of the racing line or trail and sit or stand in a stable position.
- Gently stretch the affected muscle. For a calf, straighten the knee and draw the toes toward you without bouncing. For a hamstring, extend the leg gradually while keeping the movement controlled. For a quadriceps cramp, bend the knee gently only as far as comfortable. Hold the static stretch until the contraction eases.
- Use light movement afterward. Walk slowly and reassess whether the muscle can bear normal load.
- Replace fluids when loss has been meaningful. Drink according to your plan and conditions, but do not assume that water or sodium will immediately cure every cramp.
- Decide whether to resume. If the muscle remains painful, weak or repeatedly tightens, stop the run. A temporary improvement is not proof that the original problem is resolved.
Gentle rest and static stretching until symptoms ease are supported for acute exercise-associated cramps. Forceful massage, aggressive stretching or sprinting through the contraction can cause additional tissue damage.
What helps prevent cramps on long runs?
Prevention is more reliable when it targets the circumstances that precede your cramps rather than a single drink or supplement.
Match training to the event
Build long-run distance, hills and race-pace work progressively. Avoid sudden increases in duration or intensity, especially when a race will be longer, hotter or hillier than your normal training. Practice the effort you intend to use on race day so that the final miles do not become an unplanned maximal effort.

This is fatigue management, not a guaranteed cramp-proofing formula. A 2022 evidence review links cramping with running harder in competition than in training, making pacing and preparation important factors to review.
Keep a brief cramp log
After each long run, note distance, pace, perceived effort, hills, temperature, humidity, food, fluids, approximate timing and the exact muscle involved. Record whether the cramp appeared during a surge, climb, descent or final miles. This logbook is a practical way to identify your own pattern; it has not itself been tested as a cramp treatment.
Plan heat and fluids individually
For hot races or sessions with substantial sweat loss, rehearse your drinking and sodium approach in training. Consider how much you typically sweat, what is available on the course and whether your stomach tolerates the plan. Do not copy another runner’s intake or force fluids to chase a cramp-prevention promise.
Protect recovery and preparation
Arrive at demanding runs rested enough to complete the planned work. Include gradual exposure to hills, longer durations and race-specific pace. If a cramp repeatedly appears after a particular training change, return to the last manageable level and rebuild instead of adding more intensity.

Stop exercising and seek urgent help for cramping accompanied by confusion, fainting, unusual weakness, chest pain, severe headache, vomiting, inability to cool down or other signs of serious heat illness. Those symptoms require more than a cramp remedy. Do not resume running until you have been assessed and recovered.
Common claims that need caution
“Every cramp means I need more salt.”
No. Sodium replacement can be appropriate after substantial sweat loss, but cramping also occurs through fatigue-related mechanisms and in people who are not sodium deficient.
“More water will stop it.”
Not necessarily. Drinking may help when fluid loss is part of the problem, but excessive intake carries its own risk and does not correct every neuromuscular trigger.
“Magnesium, bananas or pickle juice prevent cramps.”
These claims are not established as universal prevention. Use foods and supplements for their normal nutritional roles, not as guaranteed protection against long-run cramps.
“Stretching proves the cause was tight muscles.”
Stretching can ease an active cramp regardless of why it started. Relief from stretching does not identify the underlying mechanism.
A practical checklist for your next long run
- Was the distance, pace, elevation or heat greater than your recent preparation?
- Have you practiced the planned race effort rather than relying on adrenaline?
- Do you know which muscles cramp and at what point in the run?
- Are your fluid and sodium choices based on your sweat loss and conditions?
- Will you slow down and stretch rather than force the pace if a cramp starts?
- Have recurrent, unusual or severe episodes been reviewed by a medical professional?
The evidence does not support one drink, tablet or food as a universal answer. The strongest general strategy is individualized: identify your triggers, build the required workload gradually, pace the effort you have trained for, account for heat and sweat loss when they are genuinely relevant, and treat an active cramp with rest and gentle stretching.
