Calming audio can help some adults with insomnia symptoms feel that their sleep is better, but it is not a proven cure and no sound works for everyone. The strongest evidence is for prerecorded music improving self-reported sleep quality. Evidence for falling asleep faster, sleeping longer, or changing objectively measured sleep is weaker. Continuous white or pink noise has even less certain, mixed support.
Audio is best treated as an optional bedtime aid: choose something you genuinely find calming, keep playback comfortable, and stop if it keeps you alert, feels upsetting, or interrupts sleep.

What the evidence actually shows
“Sound helps sleep” is too broad a conclusion. Music, broadband noise and other auditory stimulation have been studied separately, with different methods and outcomes. The most useful high-level comparison is below.

| Audio approach | Evidence base | What improved | What remains uncertain |
|---|---|---|---|
| Prerecorded music | 2022 Cochrane review: 13 studies, 1,007 adults with insomnia symptoms; listening 25–60 minutes daily for three days to three months | Moderate-certainty improvement in self-reported sleep quality | Low-certainty evidence for sleep-onset latency, total sleep time and sleep efficiency; no clear improvement in insomnia severity, perceived awakenings or objective sleep measures |
| Continuous white or similar broadband noise | 2020 systematic review: 38 studies with varied sounds, devices, adherence and comparison groups | Some studies reported improvement | Overall evidence judged very low quality; studies also reported no effect or disruption, with possible hearing concerns |
| White noise, pink noise and mixed auditory stimulation | 2022 review: 34 studies involving 1,103 people (18 white-noise, 11 pink-noise and six mixed-audio studies) | 19 studies reported positive findings | No strong evidence that auditory stimulation is an effective sleep intervention; volume, duration, delivery method and preferences differed substantially |
The reviews do not identify a universally best song, genre, noise color, speaker, headphone, volume or schedule. A result from one laboratory or bedroom cannot automatically be generalized to every listener.

The 2022 Cochrane review is the clearest evidence for music and perceived sleep quality. The noise findings come from a 2020 systematic review, while the 2022 Journal of Clinical Sleep Medicine review covers broader auditory stimulation.
Does listening to music help you fall asleep?
For adults reporting insomnia symptoms, music may make sleep feel better even when researchers cannot show a consistent change in every physiological measure. In the Cochrane review, the improvement in Pittsburgh Sleep Quality Index scores was a mean difference of −2.79 points (95% confidence interval −3.86 to −1.72), based on 10 studies and 708 participants. The review rated this subjective sleep-quality evidence as moderate certainty.
That result answers a narrower question than “Does music make me fall asleep faster?” Evidence for sleep-onset latency, total sleep time and sleep efficiency was low certainty. Three studies using objective sleep measurements did not show clear improvement in those outcomes. The review also found no clear evidence that music reduced insomnia severity or perceived sleep interruptions.

Study periods ranged from three days to three months, so the evidence does not establish that music should play all night or that a particular long-term routine is necessary. The review called for more research on other sleep outcomes and daytime effects.
What that means in practice
- Music may be worth trying if your main goal is to settle down and improve how rested or satisfied your sleep feels.
- Do not assume a better subjective score means your sleep architecture, duration or efficiency has definitely changed.
- Do not treat a playlist as a replacement for assessment of persistent insomnia or another sleep problem.
Can white noise or pink noise help you sleep?
Continuous noise is a different and less certain proposition. The 2020 review found major differences in sound characteristics, playback conditions, adherence and outcome measurement. Its authors judged the overall evidence that continuous white or similar broadband noise improves sleep to be very low quality. Findings ranged from improvement to disruption, and the review noted that noise could negatively affect sleep and hearing.
The 2022 auditory-stimulation review reached a similarly cautious conclusion. It included white-noise, pink-noise and mixed-audio studies, but differences in volume, duration and delivery through speakers, earbuds or headphones made direct comparisons difficult. Although 19 of the 34 studies reported positive findings, the review found no strong evidence supporting auditory stimulation as a sleep intervention.

Why masking may or may not work
Steady sound can make a sudden or irregular environmental noise less noticeable. That only helps if the background sound is being masked effectively and the masking signal itself is not intrusive. A fan-like sound may do little for a disturbance with a different pattern, and increasing its volume can trade one sleep problem for another.
Why calming audio might help
A 2019 literature review proposed six explanations for how music could aid sleep. These are plausible mechanisms discussed in the literature, not proof that any one mechanism causes an individual’s improvement.
Relaxation
A familiar, slow or gentle track may become part of a wind-down routine and help reduce arousal before bed.
Distraction from stressful thoughts
Attending to a predictable sound can occupy attention that would otherwise remain focused on worry, planning or mental replay.
Entrainment of biological rhythms
The review discussed the possibility that musical beats could influence biological timing. This remains a proposed explanation rather than an established effect for a specific tempo or playlist.
Masking of disruptive sounds
Music or steady noise may cover intermittent household, traffic or environmental sounds. Masking is useful only when the chosen audio is less disruptive than the sound it replaces.

Enjoyment and personal preference
Music that a listener likes may be more soothing than a supposedly “sleepy” track they dislike. Enjoyment is therefore part of the response, not a minor detail.
Expectation and cultural beliefs
Expecting a bedtime sound to help may shape the experience. That does not make the effect imaginary; it means response can depend on context as well as acoustics.
These six explanations come from Dickson and Schubert’s 2019 literature review. None establishes an ideal genre, beat, sound color or device for everyone.

The sound is not actually calming
Music carries memories and emotional associations. A song connected with grief, conflict, excitement or a vivid period of life can increase distress or alertness instead of reducing it. The National Center for Complementary and Integrative Health (NCCIH) notes that music can have unwanted emotional effects.
The noise is ineffective or disruptive
Continuous noise may not cover the disturbance you care about. If the playback becomes the most noticeable sound in the room, it can fragment attention or wake you. Mixed findings in the noise reviews mean that “white noise” is not a reliable solution by default.
Playback is too loud
Comfort is not the same as maximum volume. NCCIH warns that listening to music at excessive volume can contribute to noise-induced hearing loss. Turning up a sound machine, phone or speaker to overcome a disturbance increases exposure without establishing that sleep will improve.

The device interrupts sleep
Bright displays, notification sounds, battery warnings, cable movement or an uncomfortable wearable can offset any calming effect. Research has not shown that speakers, earbuds, headphones or sound machines are superior to one another.
How to choose an audio approach
Use the purpose of the sound and your personal response to make the decision, rather than assuming one category is clinically best.
| Question | Preferred music | Steady noise |
|---|---|---|
| Primary purpose | Relaxation, enjoyment or attention shift | Possible masking of irregular background sounds |
| Personal response | Helpful only if the tracks feel emotionally safe and calming | Helpful only if the texture is unobtrusive and does not become irritating |
| Evidence strength | Moderate-certainty evidence for subjective sleep-quality improvement in adults with insomnia symptoms | Very low-quality or otherwise inconclusive evidence for continuous white or similar noise |
| Delivery | Speaker or wearable device may be used; no winner established | Speaker or wearable device may be used; no winner established |
| Timing | Studies used 25–60 minutes daily, not necessarily all night | Studies used varied durations; no ideal schedule established |
A cautious way to try calming audio
- Define the problem. Decide whether you want help winding down, distraction from racing thoughts or masking a particular environmental sound. If you cannot identify a purpose, a louder or longer playback setting is unlikely to solve the problem.
- Pick one sound you already tolerate. Start with familiar, emotionally neutral music or a steady sound you find comfortable. Do not choose a track because it is marketed as “sleep-inducing” if you dislike listening to it.
- Start quietly. Set the lowest level that remains audible and comfortable. There is no evidence-based universal volume target, so avoid treating a device’s maximum setting as a therapeutic dose.
- Use a timer at first. The music studies commonly used 25–60 minutes, but they do not prove that this is the best duration for every person. A timer lets you test whether the wind-down period helps without committing to all-night playback.
- Remove avoidable interruptions. Disable notifications, dim or turn off screens, secure cables and place a speaker where it will not vibrate or wake you.
- Observe the result over several nights. Note whether you fall asleep more comfortably, wake more often, or feel more alert because of the sound. A single good or bad night does not establish a universal rule, but a consistent pattern is useful for your own decision.
- Keep, change or stop based on sleep—not marketing. If the audio delays sleep, causes distress, produces discomfort or wakes you, stop it or try a different approach at a lower level.
Troubleshooting common problems
“I notice the sound more than my thoughts.”
Lower the volume, switch to a less detailed texture or use a shorter timer. If the sound remains attention-grabbing, it is not serving its intended purpose.
“The music brings up memories.”
Replace personally meaningful songs with emotionally neutral instrumental music or another sound you do not associate with activating events. Stopping is reasonable if any audio feels upsetting.
“Noise masks one disturbance but wakes me during another.”
Try a quieter setting or a different placement, then reassess whether masking is worth the added sound. Continuous noise is optional, not a requirement for sleep.
Do these 3 things before closing this tab:
1Scan for outdated or missing drivers - takes under a minute2Repair Windows errors before they cause bigger problems3Fix the driver behind crashes, sound loss and screen glitches“I need to turn it up to hear it.”
Do not keep increasing volume to compensate for a poor fit. Move the speaker, reduce competing noise where possible or abandon the audio experiment. Loud listening carries hearing risk.

“The sound helps me fall asleep, but I wake when it stops.”
Test a shorter or gradually fading timer and compare it with no audio. The available studies do not establish that continuous all-night playback is necessary or beneficial.
Can listening all night damage your hearing?
Potentially, if the playback is too loud or exposure is otherwise excessive. NCCIH specifically warns that music played at high volume can contribute to noise-induced hearing loss. The studies summarized here do not provide a safe universal setting for every device, room or listener.
Use the lowest comfortable level, avoid placing earbuds or headphones at a level that feels intense, and stop if you notice pain, ringing or other discomfort. A speaker placed away from the bed can avoid the pressure and fit problems of a wearable device, but it does not make loud playback safe.
What a sleep sound machine can—and cannot—do
A sound machine or speaker is simply a way to deliver audio. The 2022 auditory-stimulation review notes that sound machines and conditioners are commonly used even though their effectiveness for initiating or maintaining sleep is not well established. Buying a dedicated device does not convert uncertain evidence into a guaranteed benefit.
Choose equipment for practical reasons—stable playback, easy timer controls, no distracting lights and comfortable placement—rather than claims that a particular machine has been proven to improve sleep. The evidence does not establish a winning device category.
When to look beyond audio
Audio can be a low-commitment experiment, but persistent sleep difficulty should not be reduced to a device-shopping problem. The cited reviews evaluate sound interventions; they do not provide an individualized diagnosis or treatment plan. If sleep problems continue, worsen or affect daytime functioning, seek advice tailored to your health and sleep pattern instead of continually increasing volume, duration or gadget complexity.
The practical verdict
Music is the most defensible audio option when the goal is better perceived sleep quality, particularly for adults with insomnia symptoms. The benefit is not guaranteed and does not clearly extend to every objective sleep measure. White, pink and other continuous noises may help some people mask disturbances, but the overall evidence is weak and mixed. Your own response—calmer or more activated, undisturbed or repeatedly awakened—should determine whether audio stays in your bedtime routine.
