There is no evidence-based winner among white, pink, and brown noise for sleep. They are different sound spectra, not clinically proven sleep treatments. White noise distributes energy relatively evenly across frequencies, pink noise emphasizes lower frequencies, and brown (Brownian) noise emphasizes them more strongly. That changes how each sounds, but current studies do not show that one color reliably improves sleep for everyone.
A steady sound may still help if it masks an intermittent disturbance, and personal comfort matters. For unpredictable environmental noise, however, a 2026 laboratory comparison found earplugs more effective than continuous pink noise under the tested conditions. Use a sound machine or app as an optional masking experiment, keep playback at the lowest comfortable level, and stop if your sleep becomes worse.

The short answer: choose by masking and comfort, not by a promised sleep effect
White, pink, and brown noise are labels for the balance of sound energy across frequencies. They describe the signal itself; they do not certify a particular effect on the brain or on sleep stages. White noise is often heard as a bright hiss, pink noise as softer or less sharp, and brown noise as deeper or rumbly. Those impressions can make one more tolerable than another, but preference is individual.
Reviews of the available studies have not established that continuous noise improves sleep reliably. A 2022 systematic review covering 34 studies and 1,103 people concluded that evidence was not strong enough to support auditory stimulation as a sleep intervention. A separate review rated the evidence for continuous noise improving sleep very low. Home studies have been especially inconsistent, while some hospital studies show more consistent improvements when sound masks disruptive external events.

The most defensible decision rule is therefore practical:
- If a specific, recurring sound wakes you, test whether a steady sound masks it without becoming distracting.
- If you are simply looking for a sleep aid, treat all three colors as optional preferences rather than proven remedies.
- If intermittent outside noise is the main problem, consider a physical barrier such as earplugs; in a controlled comparison, they outperformed pink noise for the tested exposures.
- Use the lowest comfortable playback level and reassess your sleep rather than assuming that a gentler-sounding color is harmless.
What white, pink, and brown noise mean
The word “color” refers to spectral balance: how much signal energy is present at different frequencies. It is an acoustics description, not a quality grade. The boundaries between consumer tracks labeled with these colors are not a clinical standard, so two apps may produce sounds that are not identical.
| Sound | General spectral description | Typical perception | What is established about sleep |
|---|---|---|---|
| White noise | Relatively even energy across frequency | Brighter, hiss-like, or broadband | Studied more than brown noise, but reviews find mixed or very-low-quality evidence for a sleep benefit. |
| Pink noise | More energy at lower frequencies than white noise | Often softer or less bright | Evidence is mixed. A small controlled study published in 2026 found reduced REM sleep under its continuous-playback conditions. |
| Brown/Brownian noise | Greater emphasis on lower frequencies than pink noise | Deep, low, or rumbling | The reviewed evidence base offers little direct sleep evidence specific to brown noise; superiority is unestablished. |
A deeper sound is not automatically more sleep-promoting. Lower-frequency emphasis can feel less piercing to one listener and more intrusive or rumbly to another. The useful test is whether the sound remains comfortable and masks the disturbance you actually hear.

Sound masking
A continuous signal can reduce the contrast between silence and a sudden event such as a door, vehicle, conversation, or plumbing noise. If the masking sound is steady enough, the event may seem less salient. This is a practical acoustics effect; it does not demonstrate that the masking signal improves sleep architecture.

Physiological effects
Sleep-stage changes, awakenings, arousals, and perceived restfulness are different outcomes. A sound can make an event less noticeable yet still affect sleep, or it can alter sleep-stage measures without making you feel better. The studies summarized below measured different outcomes and used different settings, which is one reason results do not combine into a universal recommendation.
What systematic reviews actually found
2022 review: 34 studies, 1,103 participants
Capezuti and colleagues reviewed 34 studies involving 1,103 people in Journal of Clinical Sleep Medicine. The review included white noise, pink noise, and multiaudio interventions. Positive findings appeared in six of 18 white-noise studies (33%), nine of 11 pink-noise studies (81.9%), and four of six multiaudio studies (66.7%). Those are proportions of studies reporting a positive result, not participant-level success rates, and they do not account for differences in design or outcome.
Despite those individual positive findings, the authors concluded that there was no strong evidence to support auditory stimulation for sleep. None of the included studies reported adverse effects from short-term application, but that observation does not show that every playback level or long-term use is risk-free. 2020 review: evidence quality rated very low
Riedy and colleagues examined continuous white or similar broadband noise and found highly variable results across methods and noise conditions. Applying GRADE criteria, they rated the quality of evidence for improved sleep very low and noted that noise could also negatively affect sleep and hearing. Their conclusion is a warning against treating the widespread use of noise tracks as proof of efficacy: “Following the GRADE criteria, the quality of evidence for continuous noise improving sleep was very low, which contradicts its widespread use.” Read the systematic review record.

2025 perspective: setting changes the result
A 2025 perspective on sonic sleep aids summarized earlier reviews and described outcomes as inconsistent overall. Improvements were more consistent in some hospital studies, where a steady sound could mask external disturbances. Home-based findings were very inconsistent, which matters because a bedroom, a ward, and a laboratory expose sleepers to different noise patterns and expectations. Read the 2025 perspective.
2024 review: caution about extrapolating to brown noise
A 2024 review of systematic reviews found the evidence for white or broadband noise equivocal. The reviews it assessed had not examined colors beyond white, broadband, and pink. That does not prove that no brown-noise study exists, but it means the reviewed evidence cannot support a claim that brown noise is superior or clinically established. Read the 2024 review.
What the 2026 pink-noise experiment adds
Basner and colleagues published a controlled, seven-night polysomnographic laboratory study on February 2, 2026. It involved 25 healthy adults and compared quiet control nights with intermittent environmental-noise events, pink noise at 40 or 50 dBA, earplugs, and combinations of those conditions.

|---|---|---|
| Intermittent environmental noise | Reduced N3 (deep) sleep | Unpredictable external events can disrupt sleep under laboratory conditions. |
| Continuous pink noise | Reduced REM sleep | This was observed in this small, controlled protocol; it is not proof that every pink-noise track or level has the same effect. |
| Pink noise added to environmental noise | Worsened sleep structure overall, with minor dose-dependent improvements in some fragmentation and N3 measures | Any isolated improvement did not make the combined condition broadly protective. |
| Earplugs during environmental noise | Mitigated nearly all tested environmental-noise effects; mitigation began to fail at the highest tested environmental-noise level | Physical isolation was more effective than pink noise for the exposures tested. |
The authors’ conclusion was direct: “In contrast to PN, earplugs proved efficacious in mitigating the effects of EN on sleep.” The study is a caution signal, not a universal ban on pink noise. Its sample was small, participants were healthy adults, the protocol lasted seven nights, and the sounds and levels were controlled in a laboratory. The authors call for further work on optimal noise color and level, long-term use, and vulnerable populations. Read the 2026 study.

How to decide which color to try
1. Identify the problem you are trying to solve
Write down the actual disturbance: traffic peaks, neighbors, a partner’s movement, a ticking device, or sensitivity to a quiet room. A sound that masks a low rumble may not mask a sharp, high-frequency event. If there is no identifiable disturbance, you are testing a comfort preference rather than a masking solution.
2. Compare the character, not the marketing label
- Try white noise if you want a broad, brighter hiss and do not find high frequencies irritating.
- Try pink noise if white noise feels sharp and you prefer a softer balance.
- Try brown noise if you prefer a pronounced low-frequency rumble, while recognizing that direct sleep evidence for it is limited.
These descriptions are starting points. Listen while awake first; a track that seems soothing for a minute may become distracting after an hour.
3. Use a practical playback setup
A sound machine with selectable profiles or a sleep-audio app can provide a steady signal. The literature describes these categories as widely available, but it does not establish a best device, model, or app. Place a speaker so the sound is even at the bed rather than pointed directly at one ear, and avoid a setup that requires a bright screen overnight.
4. Start quietly and adjust only for masking
Set the playback below the level that feels intrusive, then increase it only enough to soften the particular disturbance. The available sources do not establish a single numeric safe-volume threshold for this use, so a published number should not be treated as a guarantee. If you need to keep raising the level, the source may be better addressed with a physical barrier or by reducing it at its origin.

5. Compare one change at a time
Keep the same placement and schedule while trying different colors. Record whether you fell asleep, how often you remember waking, how rested you felt, and whether the sound itself became annoying. This is a personal preference check, not a clinical test; do not interpret a few good or bad nights as proof of a universal effect.
6. Stop when the signal worsens sleep
Turn it off or lower it if you notice more awakenings, morning fatigue, ear discomfort, headaches, or a need to increase the level continually. A sound that prevents you from noticing one disturbance but fragments sleep in another way is not helping your overall goal.

Intermittent external noise
Cars, voices, doors, and other irregular events are difficult to mask without making the background sound loud enough to become another exposure. In the 2026 laboratory comparison, earplugs mitigated nearly all tested environmental-noise effects, with reduced protection only at the highest tested environmental-noise level. That result supports considering earplugs when the problem is intermittent outside noise, but it does not guarantee the same performance for every earplug, fit, noise source, or room.

Continuous low-level noise
If the disturbance is a constant fan, HVAC hum, or distant road wash, a lower-level masking signal may be comfortable. First check whether moving the bed, closing a window, improving seals, or changing the source can solve the problem without adding sound. Masking should supplement practical noise reduction, not force you to tolerate an increasingly loud track.
Safety and fit considerations
Earplugs can be uncomfortable, reduce awareness of alarms, or fit poorly. Follow the product’s insertion and hygiene instructions, and do not use them if they cause pain or a blocked-ear sensation that persists. If you must hear a medical device, alarm, child, or other safety-critical signal, account for that before choosing any barrier.
Common claims that the evidence does not justify
- “Pink is scientifically the best color.” No review establishes a universal winner, and the 2026 study found reduced REM under its tested pink-noise condition.
- “Brown noise is proven to produce deeper sleep.” The reviewed source base contains little direct evidence specific to brown noise.
- “A gentle-sounding track cannot be harmful.” Perceived softness is not a safety guarantee; level, duration, hearing sensitivity, and individual response still matter.
- “A sound machine treats insomnia.” The evidence supports consumer discussion of masking and preference, not individualized treatment for insomnia or another sleep disorder.
- “If a track worked once, it is improving sleep architecture.” One pleasant night cannot distinguish masking, expectation, natural variation, or a physiological effect.
When to seek a different solution
If persistent difficulty sleeping, loud snoring, gasping, unusual movements, severe daytime sleepiness, or anxiety about sleep continues, a sound track should not be the only response. Discuss ongoing symptoms with a qualified clinician. This comparison cannot diagnose a sleep disorder or determine whether a particular sound is appropriate for your health, hearing, medications, or living situation.
A concise decision framework
| Your situation | Reasonable first experiment | What to watch for |
|---|---|---|
| White noise sounds comfortable and masks sharp room sounds | Try a low-level white-noise track with consistent placement. | Brightness becoming irritating, rising volume, or more awakenings. |
| White noise feels harsh | Compare pink noise at the same placement and a similarly low level. | Do not assume a softer perception means protection from sleep-stage disruption. |
| You prefer a deep rumble | Try brown noise as a preference test, not as a proven treatment. | Vibration-like rumble, annoyance, or masking that requires excessive level. |
| Irregular outside noise is the main problem | Address the source and consider well-fitted earplugs; test masking only as an alternative or supplement. | Alarm audibility, poor fit, discomfort, and the limits seen at very high environmental-noise exposure. |
| No specific noise problem, but you like a steady background | Choose the most comfortable color and compare sleep without it. | Dependence on increasing volume or feeling less rested despite faster initial sleep. |
Bottom line
White, pink, and brown noise differ in frequency balance and perceived character, not in a proven ability to improve sleep. Reviews find mixed or very-low-quality evidence, brown noise has little direct support, and a 2026 controlled study raises specific caution about continuous pink noise and REM sleep while finding earplugs more effective against the tested intermittent environmental noise. Use sound only if it is comfortable and solves a clear masking problem; otherwise, reduce the noise source or try a physical barrier instead.
