If you wake in the middle of the night and can’t fall back asleep, don’t keep checking the time. If you’ve been awake for a while, get out of bed, do something quiet in dim light, and return when you feel sleepy. Repeat if needed. A single bad night does not by itself mean you have insomnia.
What to do right now
- Stop checking the clock. Watching the minutes pass can add pressure without helping you sleep.
- If you have been awake for a while, leave the bed. The American Academy of Sleep Medicine (AASM) advises getting up after you perceive that you have been awake for about 20 minutes. Treat that as a rough cue, not a timer: you do not need to watch the clock or calculate the minutes.
- Choose a quiet activity in dim light. Read something calming or try a gentle relaxation exercise. Avoid turning the moment into work, bright-screen browsing or another effort to force sleep.
- Return to bed when you feel sleepy. If you become alert again and cannot sleep, get up and repeat the process.
This approach, called stimulus control, is intended to strengthen the connection between bed and sleep rather than bed and wakefulness. Relaxation or meditation may lower arousal, but it is an option—not a guaranteed way to fall asleep.

How to make the next night easier
Keep your schedule steady
Try to get up at your usual time, even after a rough night, and go to bed when you feel sleepy. Sleeping in or relying on daytime naps can make it harder to maintain a steady sleep rhythm. The NHS says adults need 7 to 9 hours of sleep on average, while noting that individual needs vary; use that as general guidance rather than a personal prescription.

Noise, light, or a room that is too hot or too cold can interrupt sleep. A dark, quiet, comfortable room may help; the NHS suggests curtains, blinds, an eye mask or ear plugs if needed. These are environmental aids, not treatments for persistent insomnia.

Caffeine, nicotine and alcohol close to bedtime may also contribute. The National Heart, Lung, and Blood Institute (NHLBI) notes that alcohol can make it easier to fall asleep but may lead to lighter sleep and more waking later in the night. It also advises avoiding especially afternoon naps and being physically active during the day rather than close to bedtime.
Why you might be waking
Night waking can have more than one possible contributor, and a symptom list cannot identify the cause on its own. Stress, anxiety or depression, an uncomfortable room, shift work or jet lag, pain, medication effects, restless legs, menopause, and alcohol, caffeine or nicotine may all be relevant. Snoring or episodes of interrupted breathing can point to a sleep disorder such as sleep apnoea and are worth discussing with a clinician.

If waking keeps happening, consider whether a change in routine, environment, health or medication coincided with it. Do not stop a prescribed medicine or diagnose yourself based on one symptom; a healthcare professional can help assess the pattern and possible causes.
When recurring insomnia needs more than sleep tips
If repeated awakenings affect your daytime energy or concentration, or continue despite reasonable changes to your sleep habits, contact a GP or other healthcare professional. The NHS says a GP may look for the cause and offer CBT, and may consider a sleep-clinic referral if another sleep disorder such as sleep apnoea is suspected.

For long-term insomnia, ask about cognitive behavioral therapy for insomnia (CBT-I). NHLBI describes it as a structured plan that commonly lasts 6 to 8 weeks; the AASM says its guideline recommends CBT-I for adults with chronic insomnia, typically over four to eight sessions. It can be delivered in person, by telephone or online, and may include cognitive therapy, relaxation, sleep education, stimulus control and sleep restriction. AASM defines chronic insomnia disorder as sleep disturbance with daytime symptoms at least three times a week for at least three months; its 2020 guideline announcement says about 10 percent of adults meet that description.
CBT-I is not the same as general sleep-habit advice. AASM advises against using sleep hygiene alone as treatment for chronic insomnia. Sleep restriction is a formal part of a tailored CBT-I plan, not an instruction to set your own shorter sleep window based on an article. Ask a trained clinician about an appropriate plan, particularly if a health condition could make sleep loss risky.

What to know about digital CBT-I
Online CBT-I is not one uniform kind of program. AASM describes self-guided, automated-guidance and provider-supported models; evidence for an individual program, eligibility, clinician involvement and privacy practices can differ. Look for information about the specific program rather than assuming that every digital service has equal evidence or is endorsed by a professional organization.

Do not take a sleep medicine, antihistamine or melatonin as a general fix after waking in the night. NHLBI advises discussing sleep medicines with a healthcare provider because some are intended only for short-term use and may cause side effects or interact with other medicines; over-the-counter antihistamines can be unsafe for some people. Melatonin supplements are not regulated by the FDA like medicines, and dose and purity can vary by brand. Ask a healthcare professional about safety and interactions before using a medicine or supplement.
