What to do when sleep sounds keep you awake instead of helping

If sleep sounds keep you awake instead of helping, turn them off. You do not need to train yourself to tolerate white noise, rain audio, fan recordings, or any other track. First determine whether the sound was masking an outside disturbance; if it was, reducing that incoming noise—or trying comfortable earplugs—may work better than adding another sound.

Continuous sound is not a reliably effective sleep treatment for everyone. The sensible approach is individualized: stop an irritating sound, test one change at a time, and discuss persistent sleep difficulty with a medical professional.

Start with the immediate decision: stop the sound

A sleep aid is optional. If you notice yourself listening for the loop, anticipating the next change in the recording, feeling irritated, or simply becoming more alert, switch it off rather than persisting because it is supposed to help. Nothing in the available evidence establishes a universal need to sleep with continuous audio.

Check what the sound was meant to solve

People commonly play audio for one of two reasons:

  • Masking: covering traffic, neighbors, plumbing, alarms, or another unpredictable noise.
  • Adding a sleep cue: creating a familiar background such as rain, a fan, or broadband noise even when the room is already quiet.

If there is no external disturbance, removing the added sound is the cleanest test. If an outside noise is the problem, compare reducing that noise with continuing to play audio.

Make one change, not several

Turn off the track for the next sleep period and keep the rest of your routine as similar as practical. If sleep is easier, the recording was not helping in that setting. If an external sound becomes disruptive, address that source directly instead of assuming a different “color” of noise will fix it.

Why a supposedly soothing sound can be alerting

Noise sensitivity varies

A sound that fades into the background for one person can remain prominent for another. The 2022 systematic review of auditory stimulation identified noise sensitivity as a factor future studies should consider, but it did not establish a specific cause for any individual listener. Being bothered by white noise alone does not diagnose a sensory condition or a sleep disorder.

Your attention may stay attached to the audio

Loops, tonal shifts, rain “events,” volume changes, or a device that stops unexpectedly can give the brain something to monitor. Some listeners also become concerned about whether the sound is still playing, which turns a passive background into a task. These are plausible explanations for an individual experience, not proven mechanisms that apply to everyone.

Masking can fail when the background is unpredictable

Continuous audio may not cover a sudden horn, conversation, or impact without becoming loud enough to be intrusive itself. If the outside noise is intermittent, a constant recording can create a second stream of sound while leaving the original disturbance audible.

What the evidence actually shows

Systematic reviews have not found a dependable, universal benefit from continuous sleep sounds. Their results differ by sound type, setting, participants, adherence, and the way sleep was measured.

Evidence What it examined What the authors reported How to apply it
2020 systematic review; 38 included articles Continuous white or similar broadband noise Findings and methods were heterogeneous; evidence for improvement was rated very low. It does not justify assuming white noise will improve sleep for a particular household sleeper.
Capezuti et al., 2022; 34 studies, 1,103 participants White-noise, pink-noise, and multiaudio interventions No strong evidence supported auditory stimulation as a sleep intervention. Stopping an irritating sound is consistent with the evidence; there is no established best sound color.
Khandelwal et al., 2025; seven randomized controlled trials, 496 hospitalized adults Sound machines used in hospitals Included studies showed an apparent improvement in sleep efficiency, but evidence was limited and heterogeneous. Hospital results should not be generalized to people sleeping at home.
Khandelwal et al., 2025 review Acceptability reporting within the included hospital studies Eight participants discontinued or found the masking sound less acceptable. This is not a discontinuation rate for all users; it shows that acceptability can matter even in studied settings.

The hospital review is especially important to interpret narrowly. Patients, rooms, alarms, staff activity, illness, and medication can differ substantially from a bedroom at home. An apparent benefit in that context does not prove that a sound machine is useful for you.

Choose an approach based on the noise problem

Option Does it add sound? When it may fit Evidence and trade-off
No added audio No The room is already quiet, or the recording itself is distracting. Removes the stimulus that is keeping you alert. It is a practical response, not a claim that silence is superior for everyone.
Sleep earplugs No; they reduce incoming sound External noise is the main problem and earplugs are comfortable for you. NIH guidance lists earplugs as an option for drowning out noise. Comfort and fit vary; no particular model or performance level is established here.
White-noise machine or recording Yes Steady outside noise is bothersome and the added sound does not attract your attention. Systematic reviews found mixed or weak evidence, with no proven ideal setting.
Fan Yes You already find a fan unobtrusive and it also serves a practical room function. NIH guidance mentions a fan as a way to drown out noise; it is not evidence that fan audio treats insomnia.
Environmental changes Usually no Noise enters through a window, door, wall, or household activity. Targets the source rather than adding a competing signal. The best change depends on the room and the disturbance.

If outside noise is the real issue

Test physical noise reduction first

Close or reposition a window, move the bed away from a shared wall, ask household members to reduce late-night activity, or use ordinary room changes that reduce the path of the sound. These steps are situation-specific, but they avoid making your sleep environment louder.

Consider sleep earplugs

Earplugs are the most directly relevant alternative when added audio is what bothers you. Choose a pair marketed for sleeping, follow the insertion and cleaning directions, and stop if you develop pain, pressure, irritation, or difficulty hearing an important alarm. Comfort varies by ear shape, so a category-level option cannot guarantee that you will sleep better.

Use a fan only if its sound is genuinely unobtrusive

NIH guidance names a fan as one possible way to drown out noise. If fan sound keeps you alert, it belongs in the same category as an unwanted recording: turn it off or move to a quieter strategy. Do not treat the fan recommendation as proof that any continuous sound is beneficial.

A low-pressure way to test what works

  1. Write down the target. Identify the disturbance you are trying to solve: traffic, voices, a partner’s movement, building systems, or no outside noise at all.
  2. Remove the added sound. Disable the recording, speaker, or app for one sleep period. Keep the device available so you can respond if a genuine outside disturbance appears.
  3. Observe, do not grade. Note whether you fell asleep more easily, woke less often, or felt less alert while trying to sleep. A single night can be unusual, so avoid treating it as a diagnosis.
  4. Address the source. If an outside noise remains the problem, try one physical reduction or comfortable earplugs rather than changing several audio settings at once.
  5. Stop any trial that increases alertness. You are testing comfort and sleep, not demonstrating that a product or sound type should work.

The studies do not establish a proven volume, sound color, playback duration, or device setting for someone whose sleep sounds are keeping them awake. Avoid assuming that raising, lowering, or switching from white to pink or rain audio is an evidence-based fix.

Device and playback pitfalls

Unexpected changes can become the stimulus

Some tracks contain louder drops, thunder, voices, advertisements, or abrupt endings. If you use audio at all, inspect the file or app for interruptions and notifications that could pull your attention back to the device. This is a practical troubleshooting step, not a clinically validated setting.

Do not chase a “perfect” sound

Trying a succession of colors, machines, and playlists can turn bedtime into troubleshooting. If the common feature is that every added sound keeps you alert, pause the experiment and sleep without it. The literature does not rank sound colors or device brands for this situation.

Keep hearing safety and comfort in view

A sound that feels loud, harsh, or physically uncomfortable is a reason to stop. Do not increase loudness simply to overpower an outside noise. If you use earplugs, follow the product’s fit and hygiene instructions and make sure you can respond to safety needs such as an alarm.

When persistent sleep difficulty deserves medical advice

NIH guidance suggests discussing ongoing sleep problems with a medical provider. Make that conversation sooner if difficulty sleeping continues despite removing the unwanted sound, repeatedly affects daytime functioning, or leaves you unsure whether another health or medication issue is involved. Bring a brief description of the sound, when you use it, what happens after you turn it off, and any outside noise you are trying to mask.

A clinician can assess the broader sleep problem; the fact that white noise or another recording is irritating does not identify the underlying cause by itself. The reviewed studies also cannot prove that a specific sound is harmful to you or determine the best playback arrangement for your bedroom.
