Neither walking nor running is best for everyone. Running is vigorous and generally uses more energy over the same distance, while brisk walking is moderate-intensity, lower-impact activity with a lower injury risk in amounts commonly performed by adults. For weight loss, either can help—but the deciding factor is sustaining an overall calorie deficit, not choosing one activity in isolation.
Walking vs. running at a glance
| Factor | Brisk walking | Running or jogging |
|---|---|---|
| Typical intensity | Moderate, though effort varies by person | Generally vigorous, though effort varies by person |
| Weekly guideline example | At least 150 minutes of moderate activity | At least 75 minutes of vigorous activity |
| Energy use over the same distance | Lower on average | Higher on average |
| Injury considerations | Lower injury risk in amounts commonly done by adults | Higher impact and injury risk in amounts commonly done by adults |
| Practical advantage | Often easier to begin and accumulate over more time | Can meet the vigorous-activity target in less time |
The CDC adult activity guidance treats walking and running as different ways to meet aerobic activity targets, not as competing requirements. Adults should also do muscle-strengthening activity on at least two days each week.

Which burns more calories?
Running generally uses more energy per mile than walking. A 2022 clinical practice statement from the American Society for Preventive Cardiology gives approximate gross energy costs of 1.15 kcal per kilogram per mile for walking and 1.70 kcal per kilogram per mile for running. These broad estimates describe energy cost; they are not individualized calorie-burn predictions.

For another illustration, the CDC’s table estimates that a 154-pound person uses about 140 calories in 30 minutes walking at 3.5 mph and about 295 calories in 30 minutes running or jogging at 5 mph. Those are different paces, not a controlled comparison at equal speed or distance. Actual energy use varies, including with body weight.

The useful takeaway is that running can produce more energy expenditure per mile, while walking can still add meaningful activity—especially if it is easier to do regularly or for longer. Neither estimate predicts a particular person’s weight change.
Which is better for weight loss?
Either can support weight loss, but exercise alone does not guarantee it. The CDC explains that weight loss results from a calorie deficit created by combining calories used through activity with reducing calories eaten, and that most weight loss occurs from decreasing calories. Regular physical activity also matters for maintaining weight loss.

Choose the activity you can keep doing, and pair it with eating habits that support your goal.

Which is safer?
Walking is lower impact and has a lower injury risk than running in the amounts commonly performed by adults. The U.S. Department of Health and Human Services’ 2018 Physical Activity Guidelines for Americans says walking has a third or less of running’s injury risk in those commonly performed amounts.

That is a population-level comparison, not a guarantee about an individual. Fitness, total activity, previous injuries, and how quickly someone increases their workload can affect risk. Walking is not risk-free, and the comparison does not mean running is inappropriate for everyone.
How to tell whether your pace is moderate or vigorous
Use the talk test rather than relying only on a speed number. At moderate effort, you can carry on a conversation. At vigorous effort, you are breathing too hard to say more than a few words without pausing. The same pace may feel different depending on your fitness and health.

How to choose and build a routine
- Choose brisk walking if you are getting started, prefer a lower-impact option, or want activity you can fit into more time.
- Choose running or jogging if you prefer vigorous activity and want to reach the aerobic guideline with less weekly time.
- Combine them if a mix better fits your preferences, schedule, and current ability.
- Increase gradually. Avoid making a sudden jump in duration or intensity; the federal guidelines note that gradual increases can help manage injury risk.
- Consider your health history. If you have a chronic disease and plan to move to vigorous activity, the CDC advises considering a conversation with a clinician.
For adults, the weekly aerobic target is at least 150 minutes of moderate-intensity activity, such as brisk walking, or 75 minutes of vigorous activity, such as running, or an equivalent mix. Add muscle-strengthening activity on two or more days. These are guideline targets, not a requirement to start at full volume immediately.
