Low-Impact Exercises to Try Before Bed: A Gentle 5–10-Minute Routine

Gentle movement can be a useful way to transition toward sleep, provided it stays comfortable and calming. Try two or three low-impact exercises—such as shoulder rolls, ankle circles, an easy cat-cow motion, a calf stretch and slow breathing—for five to ten minutes. Keep the range of motion pain-free and stop if you feel more alert, uncomfortable or worried.

This advice applies to a relaxing bedtime routine, not to a strenuous workout. Regular physical activity supports overall health and is generally encouraged for sleep, but vigorous or highly activating exercise is usually better scheduled several hours before you plan to sleep.

What counts as a low-impact exercise before bed?

For bedtime, “low impact” means movement that is gentle on your joints and does not noticeably raise your energy level. You should be able to breathe normally, move without bouncing and finish feeling at least as relaxed as when you started. The goal is not to train, improve flexibility rapidly or reach a target heart rate.

The American Academy of Sleep Medicine (AASM) describes stretching or yoga as possible parts of a relaxing bedtime routine. AASM spokesperson Philip Gehrman, PhD, an assistant professor of psychiatry at the University of Pennsylvania, recommends doing aerobic exercise in the morning or using a relaxing routine that includes stretching or yoga. That is guidance about the character of the routine, not proof that one specific sequence improves sleep for everyone.

Amazon Basics 1/2 Inch Extra Thick Exercise Yoga Mat with Carrying Strap for Home Workouts and Fitness, 74" x 24", Black
  • Extra thick, cushy floor mat in Black for yoga, gym, and everyday exercise

Examples that can fit this purpose include slow shoulder rolls, ankle circles, a comfortable seated or standing cat-cow movement, an easy calf stretch and unforced breathing. These are practical options rather than a sequence tested or prescribed by NIH, CDC or AASM.

Is it okay to exercise before bed?

It depends on the intensity and on how your body responds. Guidance from the National Institutes of Health (NIH) says to exercise regularly but avoid exercise within a few hours of bedtime. The CDC’s National Institute for Occupational Safety and Health (CDC/NIOSH) advises planning to finish exercise at least three hours before sleep. NIH insomnia guidance uses a longer window, recommending regular daytime physical activity at least five to six hours before bed and noting that exercise close to bedtime can make sleep harder.

Those windows address regular exercise, especially activity that is vigorous or stimulating. They are not a universal prohibition on a few gentle stretches. Individual responses vary, so treat late movement as a calming experiment: if it leaves you warm, energized or mentally switched on, move it earlier or skip it. Keep demanding cardio, heavy strength work, hard intervals and competitive sport several hours away from bedtime, following the timing that works best for you.

CDC/NIOSH’s 2020 sleep bulletin states, “Even a 10-minute walk will improve sleep, and more is better.” That statement concerns walking and should not be read as evidence that ten minutes of bedtime stretching produces the same result.

A five-to-ten-minute menu of gentle movements

Choose two or three items rather than forcing yourself through every option. You can do the routine in ordinary sleep clothes, with a clear floor or a stable chair. A nonslip yoga mat or exercise mat for stretching is optional for floor-based movements; a chair or standing version works just as well when getting down to the floor is inconvenient.

Movement How to do it Position and equipment How activating it should feel
Shoulder rolls Let your arms hang loosely. Roll both shoulders slowly up, back and down, then reverse the direction. Keep your neck relaxed. Seated or standing; no equipment Very gentle; no straining or large, fast circles
Ankle circles Lift one foot slightly, circle the ankle slowly in both directions, then change sides. Keep the knee relaxed. Seated or standing while holding a stable support Easy joint movement, not a balance challenge
Seated or standing cat-cow On an exhale, gently round your upper back; on an inhale, return to a comfortable neutral or slightly open chest. Move through a small range. Chair or standing; no floor space required Slow and coordinated with breathing
Easy calf stretch Step one foot back, keep the heel comfortably grounded and bend the front knee slightly. Shift forward until you feel a mild calf stretch, then switch sides. Standing near a wall or chair; a mat is optional Mild tension only, never a sharp pull
Relaxed breathing Breathe in naturally and let the exhale be unforced and slow. Do not hold your breath or chase a deep breath. Seated, standing or lying down Settling rather than effortful

Step-by-step bedtime routine

  1. Set up safely. Dim the lights if that helps your wind-down, clear objects from the floor and place a sturdy chair or wall within reach. A mat is optional; it should lie flat and not slide.
  2. Start with shoulder rolls. Do a few slow rolls in one direction, pause, then repeat in the other direction. Keep your jaw and hands loose. If your shoulders or neck feel pinched, make the circles smaller or stop.
  3. Add ankle circles. Sit with both feet supported or stand while holding the chair. Circle one ankle slowly in each direction, then change legs. Do not turn this into a balance exercise.
  4. Try cat-cow. Seated, place your hands on your thighs; standing, place them on your thighs or rest them lightly on a counter. Round the upper back a little, then return to neutral. A small movement is enough; avoid forcing your lower back into a deep arch.
  5. Stretch each calf. Face a wall or chair, step one foot back and keep the movement comfortable. Hold only while the sensation remains mild, then change sides. You can shorten the stance or lift the back heel if keeping it down is uncomfortable.
  6. Finish with breathing. Sit or stand comfortably for several unforced breaths. Let the exhale lengthen naturally rather than counting, holding or trying to breathe as deeply as possible.
  7. Transition directly to bed. The routine should not become a second activity period. If you feel more awake afterward, leave out the movement next time and choose a quiet, nonphysical activity instead.

There is no required number of repetitions, stretch duration or intensity target. Stop after five minutes if you already feel settled; continue toward ten minutes only if the movement remains easy and does not delay your normal bedtime.

How to choose between seated, standing and floor options

Use a chair when stability matters

A stable chair lets you perform shoulder rolls, ankle circles and cat-cow without getting on the floor. Sit tall enough to move your ribs and shoulders freely, keep both feet supported when possible and avoid chairs that roll or swivel. For standing calf stretches, hold the chair rather than testing your balance.

Choose standing when getting down is uncomfortable

Standing versions are useful if kneeling, lying down or rising from the floor causes difficulty. Keep your feet at a comfortable width and use a wall, counter or chair for support. The exercise should remain a mobility break, not a balance test.

Use a mat only for preference

A nonslip mat can make floor-based stretching more comfortable, but it is not necessary for this routine. A stable, clear floor works, and every movement above has a seated or standing alternative. Do not buy equipment to meet a requirement that the routine does not have.

What should feel normal—and what is a warning sign?

Normal sensations include mild muscle tension, easy joint movement and a gradual sense of settling. Bedtime movement should not produce breathlessness, sweating, shaking or a strong need to “push through.” You should be able to speak in a normal voice throughout.

  • Stop immediately for sharp, burning or escalating pain; numbness; dizziness; chest discomfort; unusual shortness of breath; or a feeling that a joint is unstable.
  • End the routine if it increases alertness, anxiety or rumination. A calming activity such as quiet reading, listening to soft music or sitting in low light may suit you better.
  • Do not bounce, force a joint to its end range or hold your breath. Gentle movement is optional and should never displace the amount of time you have available for sleep.
  • If you have an injury, balance problem, neurological condition, significant joint disease or another medical concern, ask a qualified clinician which movements are appropriate before starting.

Persistent insomnia, repeated nighttime waking or daytime impairment warrants medical advice rather than an increasingly elaborate stretching routine. Gentle exercise cannot substitute for evaluation or treatment of an ongoing sleep disorder.

How this routine fits with regular exercise

Think of the five-to-ten-minute menu as a wind-down tool, not your main physical-activity session. Schedule aerobic exercise, demanding resistance training and other vigorous workouts during the day, leaving the timing recommended by your clinician or the sleep guidance that fits your response. NIH materials differ in their exact cutoff—“a few hours,” at least three hours in CDC/NIOSH guidance, and five to six hours in NIH insomnia guidance—because they address exercise timing broadly and people respond differently.

Keeping late movement gentle avoids treating a bedtime stretch as a guaranteed sleep intervention. Some people feel calmer; others become more alert from any activity. Note how you feel over several nights, and move the routine earlier if it interferes with sleep. Do not rank shoulder rolls, calf stretches or cat-cow by supposed sleep effectiveness: the cited organizations do not establish a winning bedtime exercise.

Other habits that support the wind-down

Movement works best as one small part of a consistent sleep routine. NIH and CDC sleep guidance also emphasizes keeping a regular sleep and wake schedule and making the bedroom quiet, relaxing and comfortable. Those basics may matter more than adding another stretch.

  • Go to bed and wake at times you can maintain most days.
  • Keep the bedroom as quiet, relaxing and comfortable as possible.
  • Protect your planned sleep window; a routine that regularly pushes bedtime later is counterproductive.
  • Use the same short sequence only when it feels calming. You do not need to complete it on nights when you are already sleepy.

When to move earlier—or skip movement entirely

Move the routine earlier in the evening if your heart rate, body temperature or alertness rises, or if you find yourself planning more repetitions and turning the session into a workout. Skip it when pain, illness, exhaustion or worry makes movement feel like another task. A quiet bedtime routine does not have to include exercise at all.

The practical test is simple: after a few minutes, do you feel comfortable and ready to continue toward bed? If yes, finish gently and stop. If no, choose a different calming activity and preserve your sleep opportunity.
