Use a sleep app or sound tool as a gentle anchor for attention, not as a test you must pass. Choose one short guided meditation, breathing exercise, or progressive muscle relaxation track, start it before you settle in, dim or switch off the phone display, and let the instructions give your mind one simple thing to notice. A sound tool may help you build a consistent wind-down routine, but no particular app, frequency, recording, or device is proven to stop racing thoughts on demand.
If trouble falling or staying asleep happens at least three nights a week for three months, or it is affecting daytime life, talk with a healthcare professional. For chronic insomnia in adults, multicomponent cognitive behavioral therapy for insomnia (CBT-I) is the standard treatment; an audio track can support relaxation but does not replace it.

What to try tonight
The most useful setup is deliberately simple. Pick one exercise, prepare it before you are fully in bed, and keep the phone from becoming another source of stimulation.

1. Pick one short, guided focus
Choose a guided meditation, breathing exercise, or progressive muscle relaxation recording that you can follow without making decisions. Meditation can mean gently returning attention to a repeated phrase, image, sound, breath, or bodily sensation. A guided track supplies the next instruction when your thoughts wander, which is often easier than trying to “empty” your mind.

Start with one track rather than browsing a large library. The goal is a repeatable cue that tells your brain the day is ending, not the perfect recording.
2. Set the audio, then remove the screen
Start playback before you get comfortable. Dim the display as far as practical or turn it off after the track begins; the NHS specifically advises dimming or switching off a smartphone screen when using sleep-meditation audio (NHS guidance). Disable nonessential notifications and avoid reopening the app to check progress. If you prefer not to leave a phone near your pillow, an optional pair of sleep headphones can let you hear the track while the display stays dark. This is a convenience choice, not evidence that headphones improve sleep.
3. Use a counted breathing exercise if counting feels calming
The NHS describes a 4-7-8 sequence: inhale through your nose for four seconds, hold for seven seconds, exhale through your mouth for eight seconds, and repeat four times. The counting gives attention a small, repeatable job. Stop or return to normal breathing if holding your breath feels uncomfortable, and do not treat completion of all four rounds as a test of whether you will fall asleep.
4. Try progressive muscle relaxation
Progressive muscle relaxation moves through muscle groups, gently tensing and then releasing each one while noticing the contrast between tension and relaxation. You might work from feet to face or follow the order in a recording. The NHS notes that learning this skill can take practice. Use mild tension only; the exercise should not cause pain, cramping, or strain.
5. Keep the rest of the wind-down predictable
Regular sleep and wake times, a cool, quiet, dark bedroom, a relaxing pre-bed routine, and less screen time are part of the sleep habits recommended by the National Institutes of Health (NIH) and the National Heart, Lung, and Blood Institute (NHLBI) (NIH overview; NHLBI treatment guidance). The audio works best as one small part of that routine rather than as a rescue button used differently every night.

How a sleep app or sound tool can help—and what it cannot do
Racing thoughts are a problem of attention and arousal: worries, plans, memories, or physical sensations keep pulling focus toward wakefulness. A guided voice, repeated breath count, or neutral background sound can offer a less activating target. When a thought appears, notice it and return to the track or sensation instead of arguing with the thought.
That mechanism is different from treating the causes of chronic insomnia. A relaxation recording does not identify medical conditions, change entrenched sleep associations, or provide the full behavioral and cognitive program used in CBT-I. The evidence reviewed by the National Center for Complementary and Integrative Health (NCCIH) supports cautious language: regular guided sleep meditation may improve sleep quality for some people, but it does not guarantee that a specific app, sound frequency, or device will quiet racing thoughts (NCCIH evidence summary).
Choose the tool by the job you need it to do
| Option | Useful when you want | What it provides | Screen or support considerations | Evidence boundary |
|---|---|---|---|---|
| Guided meditation or relaxation audio | A brief, low-effort attention cue | A voice directing attention to a phrase, image, breath, sound, or body sensation | Prepare playback first and keep the display dim or off | May support sleep quality; not a guaranteed way to stop racing thoughts |
| Self-care sleep app | Exercises and a repeatable bedtime routine without a clinician | May combine relaxation tracks, sleep education, and routine prompts | Choose an app that lets you reach audio without prolonged browsing | The VA lists Insomnia Coach as an option for people managing sleep problems without professional support; an app is not a diagnosis or a substitute for treatment when insomnia is chronic (VA Mobile information) |
| Clinician-supported CBT-I app | Structured insomnia treatment while working with a healthcare provider | Sleep education, routine and environment tips, a sleep diary, and relaxation tools | Requires coordination with a provider rather than self-directed use | CBT-i Coach is designed for people engaged in CBT-I with a health provider and is not intended as a self-care app; it was developed with Stanford School of Medicine and the Department of Defense’s National Center for Telehealth and Technology (VA Mobile) |
| Paper sleep diary | Tracking patterns before a healthcare visit | A simple record of sleep quality, duration, and daytime habits | No phone screen or account is required | NIH suggests keeping one for one to two weeks; it records patterns but does not treat insomnia (NIH) |
| Headphones | Listening without leaving a bright phone display on | Private audio playback | Optional; choose comfortable, safe volume and a design that does not cause pressure | Convenience inference from the NHS screen advice, not proof of a sleep benefit |
| White-noise or sound machine | A steady, nonverbal background sound | Continuous noise or another ambient sound | Keep controls simple so adjusting it does not become a new bedtime task | The sources cited here do not establish that a particular machine or sound frequency quiets racing thoughts |
Use these distinctions to avoid buying a device for a problem that needs structured care. If you mainly need a short cue to stop mentally rehearsing tomorrow, guided audio may be enough to try. If you need education, tracking, and behavioral change, look for a CBT-I pathway with professional support.
A phone-free setup that takes only a few minutes
- Choose the exercise before bed. Save one meditation, breathing, or muscle-relaxation track so you are not scrolling through recommendations while tired.
- Set practical controls. Lower the volume to a comfortable level, activate a sleep timer if the app offers one, and silence notifications. Avoid an autoplay queue that could wake you with a sudden change in sound.
- Put the phone where the display is not demanding attention. Place it face down or out of reach, dim the screen, or switch it off after playback starts.
- Adopt a neutral posture. Lie down or sit in the position you intend to use for sleep. Let the recording be the only planned activity.
- Follow the next instruction, not the result. Notice the breath, voice, or muscle sensation. If a worry appears, label it briefly as “thinking” and return to the track.
- Allow an imperfect session. You may remain awake for part of the recording. The exercise is practice in settling attention, not a performance scored by how quickly you fall asleep.
Breathing and muscle relaxation, step by step
4-7-8 breathing
- Exhale gently.
- Inhale through the nose for four seconds.
- Hold for seven seconds.
- Exhale through the mouth for eight seconds.
- Repeat the sequence up to four times if it remains comfortable.
The exact count is optional. If the hold creates discomfort, anxiety, dizziness, or a feeling of air hunger, stop counting and breathe normally. A shorter, comfortable count still gives your mind a rhythmic focus.
Progressive muscle relaxation
- Bring attention to one area, such as the feet.
- Gently tense the muscles for a few seconds without causing pain.
- Release completely and notice the softer sensation.
- Move gradually through calves, thighs, abdomen, hands, arms, shoulders, jaw, and face, or follow the order in your recording.
- When a thought interrupts, return to the body area you are exploring.
It can take practice to recognize the difference between tension and relaxation. A guided track is useful because it supplies timing and sequence while you learn.

What the evidence says about relaxation, meditation, and insomnia treatment
The strongest treatment boundary comes from the American Academy of Sleep Medicine guideline reproduced by NCCIH: “We recommend that clinicians use multicomponent cognitive behavioral therapy for insomnia (CBT-I) for the treatment of chronic insomnia disorder in adults (strong recommendation).” The same guideline gives standalone relaxation therapy a conditional recommendation. NCCIH describes the evidence for relaxation techniques alone in chronic insomnia as small and low quality, based on five studies and one critical outcome, with the recommendation also considering patient preference, provider training, and limited resource needs (NCCIH).
Do these 3 things before closing this tab:
1Scan for outdated or missing drivers - takes under a minute2Clear out junk files and repair common Windows errors3Fix the driver behind crashes, sound loss and screen glitchesNCCIH also reports limited evidence for mindfulness meditation for insomnia and sleep quality. The following study figures show why results from a population or a therapy program should not be presented as proof that one consumer app works:
| Evidence example summarized by NCCIH | Participants or scope | What it does—and does not—show |
|---|---|---|
| 2018 pooled analysis of four randomized controlled trials | 546 peri- and postmenopausal women with insomnia and bothersome vasomotor symptoms | Informs evidence about interventions in this specific group; it is not a test of a particular sleep app or sound product |
| 2014 randomized controlled trial | 123 older adults comparing cognitive behavioral therapy, tai chi, and sleep-seminar education | Compares broader interventions; it does not establish that an audio track alone treats insomnia |
| 2018 systematic review of psychological interventions | 2,776 college students across 27 studies | Describes a student population and multiple psychological approaches, not a universal app effect |
These limits matter when an app advertises a particular tone, binaural pattern, or “sleep frequency.” The available guidance does not establish a special frequency that reliably stops racing thoughts. Treat such features as preferences to test for comfort, not as medically proven mechanisms.
When an app should lead to CBT-I or a healthcare conversation
NIH describes insomnia as difficulty falling asleep, staying asleep, or getting good-quality sleep despite having the opportunity to sleep, with daytime effects such as tiredness or trouble functioning. It describes chronic insomnia as occurring at least three nights per week for three months or longer and advises discussing a suspected sleep problem with a healthcare provider (NIH).
CBT-I commonly lasts six to eight weeks. NIH and NHLBI describe components that may include:

CBT-I can be delivered in person, by telephone, or online. A clinician-supported app can organize diaries and exercises within that relationship; it should not be confused with a relaxation player used independently.
Persistent worry also deserves attention in its own right. NHS guidance notes that ongoing anxiety can make it harder to fall asleep and stay asleep and identifies cognitive behavioral therapy as a recommended treatment for persistent anxiety, with talking-therapy services available for anxiety or depression (NHS guidance). You do not need to diagnose yourself before asking for help.
Independent reader supportYour contribution helps us test, update, and keep practical guides available for everyone.Use a sleep diary to replace guesswork with a pattern
If sleep remains difficult, keep a plain notebook or digital record for one to two weeks, as NIH suggests. Record bedtime, approximate time to fall asleep, awakenings, final wake time, naps, caffeine or alcohol timing, exercise, and how alert you felt during the day. The purpose is to give a clinician a clearer pattern and to show whether a new routine changes anything; the diary itself is not a treatment.
Keep entries brief enough that recording does not become another nighttime ritual. Write them in the morning when possible. Do not repeatedly check the clock during the night just to improve the log.
Troubleshoot the most common bedtime problems
The narration makes you more alert
Switch to a shorter track, a quieter voice, or simple breathing without spoken instructions. Some people focus better on bodily sensations than on language. If every recording feels irritating, stop using audio and keep the rest of the wind-down routine.

You keep browsing instead of listening
Choose the track earlier in the evening, save it for offline playback if the app supports that, and place the phone out of reach once it starts. A paper breathing card or a memorized sequence removes the screen entirely.
Silence feels uncomfortable
Try a steady, low-volume ambient sound, but regard it as a comfort preference. No specific machine or frequency is established by the cited guidance as a treatment for racing thoughts. Keep the sound unobtrusive and avoid changing settings repeatedly.
Counting becomes a test
Abandon the 4-7-8 count if you are monitoring whether you are asleep by the fourth round. Return to ordinary breathing or follow a body-scan instruction. The useful part is the gentle redirection of attention, not perfect timing.

Use the same low-stimulation approach: keep lights and screens dim, resume a familiar relaxation exercise, and avoid opening a feed or message list. If you are unable to sleep and this becomes a pattern, stimulus-control guidance within CBT-I is more appropriate than endlessly adding new audio.
The problem continues despite a consistent routine
Do not keep escalating volume, buying new devices, or trying increasingly elaborate sound claims. Use the diary, bring it to a healthcare visit, and ask about CBT-I or other causes of sleep disruption.
Quick Recap
A realistic decision rule
- Try guided audio first when your main need is a brief, repeatable cue to redirect attention and you do not have persistent daytime impairment.
- Use a self-care sleep app carefully when you want exercises and tracking but are treating it as a routine aid, not a diagnosis.
- Ask about clinician-supported CBT-I when insomnia is frequent, long-lasting, or affecting work, mood, safety, or relationships.
- Choose paper over a phone when screen exposure or app browsing keeps you awake.
- Skip unsupported claims about a magic frequency, guaranteed result, or device that replaces evaluation and treatment.
