1Scan for outdated or missing drivers - takes under a minute2Repair Windows errors before they cause bigger problems3Fix the driver behind crashes, sound loss and screen glitchesThe most reliable medication-free starting point is a consistent wake time, enough time in bed for at least seven hours, morning or daytime light, regular daytime activity, and a quiet wind-down routine. Keep caffeine, nicotine, alcohol, heavy meals, excess fluids and bright artificial light away from bedtime, and make the bedroom dark, quiet and cool.
These habits support healthy sleep but are not a stand-alone cure for chronic insomnia. If poor sleep persists or disrupts daytime life, multicomponent cognitive behavioral therapy for insomnia (CBT-I) is the best-supported non-drug treatment.

What “sleeping better naturally” should mean
For most adults, the goal is not simply to spend more time in bed. Healthy sleep is long enough, timed consistently and reasonably uninterrupted. The National Institutes of Health (NIH) and CDC/NIOSH identify seven or more hours as a useful adult target; regularly sleeping under seven hours is associated with more health problems. Individual needs vary, but trying to recover from short nights by shifting your schedule dramatically on weekends can make your body clock less stable.
Natural methods work best as a system. A regular schedule sets the timing signal, daytime light and activity strengthen the sleep-wake rhythm, and a predictable evening routine lowers stimulation. A dark, quiet, cool room removes common sources of arousal. If insomnia has become persistent, those steps are still worthwhile, but they should support—not replace—an evidence-based insomnia treatment.

A practical plan for the next 24 hours
- Choose one wake time. Set the same time for every day, including weekends. Work backward to allow at least seven hours in bed, while leaving enough flexibility for your actual sleep need.
- Get outdoor or bright daytime light. Seek daylight soon after waking or during the morning. Daytime light helps anchor the sleep-wake rhythm; keep bright artificial light lower later in the day.
- Move during the day. Regular activity supports sleep. Finish vigorous exercise several hours before bed if late workouts leave you alert.
- Set a stimulant cutoff. Stop caffeine early enough for its effects to fade. NIH notes that caffeine’s stimulating effects can take eight hours or more to wear off fully. Nicotine is also stimulating, so avoid it near bedtime.
- Keep alcohol away from bedtime. Alcohol may make you drowsy initially, but it produces lighter sleep and can lead to waking during the night.
- Plan dinner and fluids. Eat regular meals. Avoid a heavy meal and excessive fluids late at night so digestion or bathroom trips do not interrupt sleep.
- Start a 30- to 90-minute wind-down. Dim the lights, put away stimulating screens, and choose a quiet activity such as reading, calm music or a warm bath.
- Prepare the room. Make it dark, quiet and cool. Opaque curtains, a sleep mask or soft earplugs can help when light or noise cannot be eliminated.
- Go to bed when sleepy. If you are alert, stay with a quiet, low-light activity until sleepiness returns rather than forcing sleep.
- Use stimulus control if you wake. If you cannot sleep, get out of bed and return only when sleepy. Reserve the bed for sleep and intimacy.
Apply the plan consistently rather than judging it after one night. Briefly noting bedtime, estimated sleep, awakenings, wake time, caffeine and daytime alertness can reveal patterns without turning sleep into a performance test.
What to do tonight
Start with the changes that have the clearest immediate effect. Decide tomorrow’s wake time now and count backward to allow at least seven hours in bed. Stop caffeine and nicotine early enough that their stimulating effects can subside; for caffeine, that may mean eight hours or more before bedtime. Avoid using alcohol as a sleep aid, and finish a heavy meal and most fluids well before lying down.
About 30 to 90 minutes before bed, lower the lights and put away work, gaming, news or other content that keeps your mind engaged. Read something calming, listen to quiet music or take a warm bath. Set the room up before you become sleepy: close opaque curtains, cover bright indicator lights, adjust the temperature and place earplugs or a sleep mask within reach. Go to bed when you feel sleepy rather than simply because the clock says it is bedtime.
Recommended Free Tools
If you are awake for what feels like a prolonged period, leave the bed and sit somewhere dim and comfortable. Return only when sleepiness returns. Avoid clock-watching, phone scrolling and repeatedly calculating how many hours remain. The purpose is to keep the bed associated with sleep rather than frustration.
Build a stable body-clock schedule
Anchor the wake time first
A fixed wake time is usually easier to maintain than trying to force an exact bedtime. Waking at a consistent hour gives your circadian system a daily reference point. Once that time is stable, go to bed when sleepy and early enough to provide at least seven hours of opportunity for sleep. Keep weekend variation small enough that Monday does not feel like a time-zone change.
Use light deliberately
Outdoor light is a powerful timing cue. Morning exposure is a practical way to reinforce an earlier, more predictable rhythm; daylight during the day is useful even when morning exposure is not possible. In the evening, reduce bright room lighting and luminous screens, especially if they keep you engaged. The aim is a gradual transition rather than a perfectly dark house from sunset onward.
Schedule exercise for sleep, not stimulation
Regular daytime activity can deepen sleep pressure and support a stronger rhythm. If vigorous exercise close to bedtime makes you feel energized, finish it several hours earlier and use gentle stretching or an easy walk in the evening instead. People with medical conditions should choose activity appropriate to their health and ask a clinician when unsure.

Remove common sleep disruptors
Caffeine and nicotine
Caffeine is present in more than coffee: tea, energy drinks, cola, chocolate and some medicines can contribute to a late-day dose. Because NIH notes that effects may take eight hours or more to clear fully, a mid-afternoon beverage can still matter at bedtime for a sensitive person. Nicotine can increase alertness and withdrawal during the night can also disturb sleep. Move both earlier in the day instead of relying on a late-night stimulant and trying to counteract it.
Alcohol
Alcohol can shorten the time it takes to fall asleep while making later sleep lighter and more fragmented. It is therefore a poor strategy for treating insomnia. Avoiding alcohol close to bedtime is more useful than judging it only by how quickly you become drowsy.
Food and fluids
A large or spicy meal near bedtime can cause discomfort or reflux, while excess fluids increase bathroom trips. Finish a substantial evening meal with enough time to digest and moderate late-night drinks. Do not go to bed uncomfortably hungry either; a small, familiar snack may be preferable to a heavy meal for some people.
Make the bedroom a sleep-supporting environment
CDC/NIOSH describes a bedroom that is dark, quiet and cool as a useful target, giving approximately 65–68°F (18–20°C) as an example range for many people. Comfort matters more than hitting one exact number.

Pick the symptom - the matching free tool is one click away.
- Block light: use opaque curtains, cover indicator lights and consider a blackout sleep mask when streetlights or early dawn enter the room.
- Reduce noise: address the source if possible; soft earplugs can reduce intermittent sound. Constant loud noise, a partner’s snoring or building vibration may require a different solution.
- Control temperature: ventilate or adjust heating and bedding so you are not overheated or chilled.
- Check support: a comfortable mattress and pillow reduce physical reasons to wake. Replace bedding only when it is genuinely uncomfortable; expensive equipment is not a prerequisite for better sleep.
- Keep the bed for sleep: working, gaming, scrolling or watching stressful content in bed can teach the brain that the bed is a place for alertness.
What to do when you wake during the night
Brief awakenings are normal, and checking the clock repeatedly can add anxiety. When you notice you are awake, keep the light low and avoid stimulating content. If you are unable to return to sleep, leave the bed for a quiet activity in dim light and go back only when sleepy. This is a core stimulus-control principle used in CBT-I.
Do not compensate by spending the entire next day in bed or moving your wake time far later. Keep the planned wake time, use daylight and return to the regular schedule. If awakenings are driven by pain, reflux, hot flashes, urination, breathing problems or medication effects, treating the underlying issue requires professional advice rather than more sleep-hygiene rules.
Track patterns without creating more pressure
A brief sleep record can make a professional appointment more useful and can show whether a change is helping. Note the time you went to bed, an approximate time you fell asleep, awakenings, final wake time, naps if any, caffeine or alcohol timing, exercise and how alert you felt the next day. Estimates are sufficient; repeatedly checking a device or clock can itself become stimulating.

Review the record after several days rather than grading each night. Look for consistent links, such as late caffeine followed by longer sleep-onset time, alcohol followed by more awakenings, or streetlight exposure on nights when sleep feels lighter. Change one or two factors at a time so you can tell what helped. If the record shows persistent short sleep, frequent awakenings or significant daytime impairment, take it to a clinician instead of continually adding rules.

Sleep hygiene is a set of environmental and behavioral habits. It is useful preparation, but the American Academy of Sleep Medicine (AASM) recommends against using sleep hygiene as the only treatment for chronic insomnia. The stronger option is multicomponent CBT-I, which the NHLBI describes as a six- to eight-week plan and the NIH and NCCIH identify as the standard or most strongly recommended treatment for adults with chronic insomnia.
| Approach | What it includes | What the evidence supports |
|---|---|---|
| Sleep hygiene | Regular schedule, daytime light and activity, limiting stimulants and alcohol, and a dark, quiet, cool room | Helpful as part of care; AASM advises against using it alone for chronic insomnia |
| Multicomponent CBT-I | Cognitive therapy, sleep education, stimulus control, sleep restriction and relaxation | Best-supported non-drug treatment; usually delivered over six to eight weeks |
| Relaxation techniques | Progressive muscle relaxation, abdominal breathing or guided imagery | Can be included in CBT-I; evidence for relaxation alone is smaller and lower quality than for CBT-I |
How CBT-I changes the pattern
Stimulus control rebuilds the association between bed and sleep by limiting time awake in bed. Sleep restriction, supervised by a trained provider, temporarily matches time in bed more closely to actual sleep and then expands it as sleep becomes more consolidated. Cognitive work addresses worry and unhelpful predictions about sleep. Education and relaxation add practical tools. Early fatigue or sleepiness can occur, which is why a clinician should tailor the plan, especially for people who drive, operate machinery or have other medical conditions.
Where to obtain CBT-I
CBT-I may be provided in person, by telephone or online by a doctor, nurse or therapist. Look for a clinician trained in CBT-I or a validated digital program, and verify licensure, evidence, geographic availability and current access. A general wellness app that offers relaxation is not automatically a CBT-I treatment.
Light therapy and other non-drug options
Bright-light therapy
A clinician may recommend a bright-light box when the main problem is circadian timing, such as a markedly delayed sleep schedule. It is not a universal insomnia cure. Possible adverse effects include agitation, eye strain, headaches, migraines and nausea. Ask a clinician before use if you have an eye condition or take photosensitizing medicines, and follow the prescribed timing and exposure instructions.

Mindfulness, yoga and tai chi
NCCIH reports limited or condition-specific evidence for yoga, tai chi and mindfulness in sleep problems. They can be reasonable low-risk ways to reduce evening arousal when adapted to your abilities, but they should not displace CBT-I for persistent insomnia or delay evaluation of a medical cause.
Music
A 2022 review of 13 studies involving 1,007 adults found that music may improve reported sleep quality. The finding concerns subjective quality, not proof that any particular playlist treats insomnia. Choose calm, predictable audio at a low volume and use a timer if continuous playback causes awakenings.

Choosing practical sleep aids
Simple environmental aids can solve a specific problem, but they are optional rather than cures. A blackout sleep mask or opaque curtains may help when streetlights, dawn or an irregular room cannot be blocked. Soft earplugs can reduce intermittent noise. Select comfortable products that do not create pressure, overheating or safety concerns, and stop using them if they cause discomfort. No product replaces a regular schedule or CBT-I when insomnia is chronic.
A bright-light box is a specialized option for timing problems, not a general substitute for daytime outdoor light. Because it can cause agitation, eye strain, headaches, migraines or nausea, obtain clinical guidance when you have an eye condition or use photosensitizing medicines. For digital CBT-I, confirm that the program is evidence-based and that the clinician or service meets applicable licensing and availability requirements.
When self-care is not enough
Arrange a healthcare assessment when sleep trouble affects work, driving, mood, concentration or daily activities; continues despite consistent changes; or keeps recurring. Bring a short sleep record rather than trying to remember every night.
Seek evaluation promptly when insomnia occurs with loud snoring, witnessed breathing pauses, gasping, severe restless legs, unusual nighttime behaviors, persistent pain, depression, mania, medication changes or substance use. These clues can point to another sleep or health disorder that sleep hygiene cannot correct.
This guidance is for generally healthy adults and does not diagnose the cause of poor sleep. A clinician can screen for sleep apnea, circadian-rhythm disorders, mood conditions, medication effects and other contributors, then determine whether CBT-I, testing or another treatment is appropriate.
A simple decision framework
- Occasional poor night: keep the next wake time, get daylight, avoid chasing sleep with alcohol or extra time in bed, and resume the routine.
- Several disrupted nights: track timing and triggers, tighten caffeine, nicotine, alcohol, light and meal timing, and make the bedroom consistently dark, quiet and cool.
- Persistent insomnia or daytime impairment: ask for multicomponent CBT-I rather than relying on sleep hygiene alone.
- Breathing symptoms or unusual sleep behavior: seek medical evaluation for a possible sleep disorder.

How do I stop waking up at night?
Keep the same wake time, limit alcohol and excess evening fluids, make the room dark, quiet and cool, and avoid clock-watching or stimulating phone use. Use stimulus control by leaving bed when you cannot sleep. Repeated awakenings caused by pain, reflux, urination or breathing symptoms need professional assessment.
Is CBT-I better than sleep hygiene?
Yes, for chronic insomnia. Sleep hygiene is useful preparation, but AASM advises against using it as a stand-alone treatment. Multicomponent CBT-I, usually delivered over six to eight weeks, is the best-supported non-drug treatment.
How long does CBT-I take, and where is it offered?
NHLBI describes a six- to eight-week plan. A doctor, nurse or therapist may provide it in person, by telephone or online. Verify the provider’s training, licensure, evidence base and current availability.
Can bright-light therapy fix insomnia?
It may help when the main problem is circadian timing, but it is not a universal insomnia cure. It can cause agitation, eye strain, headaches, migraines or nausea. Consult a clinician first if you have an eye condition or take photosensitizing medicines.
Do relaxation, yoga, tai chi or music work?
Progressive muscle relaxation, abdominal breathing and guided imagery can be included in CBT-I. Evidence for relaxation alone is smaller and lower quality. Evidence for yoga, tai chi and mindfulness is limited or condition-specific. A 2022 review of 13 studies involving 1,007 adults found music may improve reported sleep quality, but no particular playlist is proven to treat insomnia.
When should I see a healthcare professional?
Seek help when poor sleep affects daytime activities, persists despite consistent changes or recurs frequently. Arrange prompt evaluation for loud snoring, breathing pauses, gasping, severe restless legs, unusual nighttime behaviors, persistent pain, depression, mania, medication changes or substance use.
The Bottom Line
Start with a fixed wake time, at least seven hours of sleep opportunity, daytime light and activity, and a calm, low-light wind-down. Keep caffeine, nicotine, alcohol, heavy meals and excess fluids away from bedtime, and make the bedroom dark, quiet and cool. These habits are foundations, not a cure for chronic insomnia. When sleep problems persist or impair daytime life, multicomponent CBT-I is the best-supported medication-free next step.
