How to Do a Kettlebell Swing With Proper Form

A properly performed two-handed kettlebell swing is a powerful hip-hinge exercise, not a squat and not a shoulder raise. Start with the kettlebell on the floor between your feet, hinge back with a long spine, hike the bell between your thighs, and snap your hips forward to project it to about chest or shoulder height. Your legs and hips create the momentum; your arms stay connected and guide the kettlebell. The technique below follows the two-handed hinge variation demonstrated by ACE, while recognizing that other coaching systems use different cues and lowering mechanics.

What “proper form” means in this swing

The swing covered here is the two-handed, hip-hinge version. The movement travels mainly backward and forward at the hips: your hips move behind you as the kettlebell descends, then extend quickly to send it forward. Your knees bend slightly, but they do not repeatedly travel through the deep flexion of a squat. ACE describes a long, straight spine and relatively vertical shins throughout the hinge.

At the top, stand tall and brace your abdomen while the kettlebell floats in front of you at roughly chest or shoulder height. You do not need to turn this version into an overhead lift. The arms remain connected to the torso and steer the bell; they should not provide the primary lifting force.

That description applies to one commonly taught swing style. ACE also identifies a variation that uses more of a squat during the lowering phase, and StrongFirst discusses how technical and coaching choices can differ. Identify which version a coach is teaching rather than assuming every swing uses identical knee, torso, or arm cues.

Prepare before the first ballistic repetition

Choose the right equipment and space

Use a two-handed kettlebell with a handle that both hands can hold securely. ACE’s exercise library lists a kettlebell as the equipment for the movement and demonstrates a two-handed setup (ACE exercise library). The available sources do not establish a universally correct weight, so select a load that allows you to keep the hinge, spine, grip, and trajectory consistent. Leave enough clear space in front of and behind you for the bell to travel without contacting furniture, people, or walls.

Learn the hinge before adding speed

Practice the hip motion without a kettlebell first. Stand tall, send your hips backward, keep your spine long, and allow only a small amount of knee bend. Then return to standing by driving the hips forward. ACE lists glute bridges and standing hip hinges as possible practice or warm-up movements.

Next, rehearse the same pattern with a controlled load before swinging it rapidly. ACE’s general teaching guideline is to demonstrate a loaded hinge with good form for about 12 to 15 repetitions before progressing to ballistic swings. That is a progression cue from ACE, not a universal readiness test or a guarantee that every person should use the same number.

Set your stance

Place your feet about shoulder-width apart with the toes pointing in a comfortable, generally parallel direction. Put the kettlebell on the floor slightly in front of you and between your feet. Begin with a stable stance that lets the handle move between your thighs without your knees collapsing inward.

Step-by-step: the two-handed hip-hinge swing

  1. Stand over the bell. Position the kettlebell between your feet. Keep your feet about shoulder-width apart and soften your knees rather than locking them.
  2. Hinge to the handle. Push your hips backward while your torso inclines forward as one long unit. Keep your spine straight and your shins relatively vertical. Reach down with both hands.
  3. Establish a firm grip. Wrap both hands around the handle. Keep your upper body connected and your trunk braced. ACE uses the coaching image of trying to “break” the handle; treat that as a tension cue, not as a literal instruction to bend the handle.
  4. Hike the bell back. Pull or hike the kettlebell toward the space between your thighs. The handle should pass high enough between your legs to load the hips without forcing your back to round. Your knees remain slightly flexed instead of dropping into a squat.
  5. Drive the floor away. Extend your hips quickly. The glutes, hamstrings, and other hip extensors create the force that accelerates the bell. Think of projecting the kettlebell forward with your hips rather than lifting it with your shoulders.
  6. Let the bell float. As your hips finish extending, stand tall with your abdomen braced. Allow the kettlebell to rise to approximately chest or shoulder height. Your arms stay attached to your body and guide the path; they do not yank the bell upward.
  7. Receive the descent. As the kettlebell begins to fall, keep your hands connected and let it travel back toward you. Hinge at the hips as the bell descends, sending your hips behind you before the bell reaches the space between your legs.
  8. Repeat the same hinge. When the bell reaches the backswing, immediately load the hips again and drive forward. Each repetition should look like a continuous hinge-and-extension cycle, not a separate squat followed by an arm raise.

How to read each phase of the repetition

Setup and hike

Before the bell moves, establish the same positions you practiced in the unloaded hinge: feet planted, knees softly bent, hips behind you, long spine, and a secure two-handed grip. The hike is an intentional pull into the backswing, not a slow curl. Keep the bell close enough to your body to load the hips and avoid reaching it away from you.

Backswing and loading

The backswing is where the hip hinge stores the movement’s potential. Your hips travel behind you while your torso inclines forward and your shins remain relatively vertical. The bell passes between the thighs; it should not force you into a deep squat. If the handle reaches your knees while your hips stay underneath you, reset and practice sending the hips farther back.

Hip drive and float

Once the bell reaches the end of the backswing, drive the floor away and extend the hips quickly. The gluteus maximus, hamstrings, and adductor magnus are among the hip extensors ACE identifies as prime movers. The bell’s forward momentum should make the top feel like a brief float. Your elbows can remain extended without becoming rigid, and your shoulders should not shrug to add height.

Top and return

At the top, your body is tall and your abdomen is braced. The bell is in front of the chest or shoulders, not necessarily overhead. As gravity brings it down, keep the hands connected and wait for the bell to come toward you before hinging. Sending the hips back too early or too late changes the path; aim to meet the descending bell with the same hinge shape used in the backswing.

Hinge mechanics versus the squat-style variation

Both approaches are described in kettlebell instruction, but they are not the same movement. The table shows the distinction ACE makes between the featured hinge version and a version that includes a squat while lowering.

Feature Two-handed hip-hinge version Squat-style lowering variation
Primary lowering action Hips travel backward in a hinge as the bell returns between the legs. The lowering phase includes a squat pattern.
Knee action Knees stay slightly bent with relatively little knee movement compared with a squat. More knee flexion is used during the descent.
Shin position Shins remain relatively vertical. The squat-based descent changes the knee and shin relationship.
Torso and hip relationship The torso inclines forward as the hips move back, then the hips extend forcefully. The torso and hips lower and rise with the squat action.
Instructional reference Featured in ACE’s two-handed swing article. Identified by ACE as another swing version.

Neither label makes every cue universal. StrongFirst’s discussion of what makes a swing “perfect” illustrates why a coach may emphasize a different detail while still teaching a recognizable kettlebell swing. Follow the complete method of the approach you are learning instead of combining cues from incompatible versions.

Common form errors and precise corrections

Squatting instead of hinging

What it looks like: Your knees travel forward and down, your hips drop, and the bell moves mostly up and down. The repetition resembles a squat with a weight attached to your hands.

Special offer. See more information about Outbyte and uninstall instructions. Please review EULA and Privacy policy.

Correction: Push your hips behind you and let your torso tip forward while preserving a long spine. Keep the shins relatively vertical. Imagine closing a car door with your hips rather than sitting into a chair.

Lifting the bell with the arms

What it looks like: Your shoulders shrug or your elbows actively pull the kettlebell upward, and the swing feels like a front raise.

Correction: Build speed from rapid hip extension. Keep the arms connected and relaxed enough to act as guides while the hips send the bell forward. If the bell will not reach chest or shoulder height without a hard arm pull, reduce the load or rebuild the hinge.

Rounding or collapsing the spine

What it looks like: The back loses its long position during the setup, backswing, or descent.

Special offer. See more information about Outbyte and uninstall instructions. Please review EULA and Privacy policy.

Correction: Shorten the range temporarily, slow the hinge, and keep the rib cage and pelvis controlled as one stable unit. Return to unloaded hinges until you can reach the handle without losing spinal position.

Losing grip and upper-body tension

What it looks like: The handle shifts in your hands, your wrists fold excessively, or your shoulders disconnect from the torso.

Correction: Re-establish a firm two-handed grip before each set. Use the “break the handle” image as a cue for hand and shoulder tension, while keeping the arms connected to the body. Stop if you cannot control the handle securely.

Overextending at the top

What it looks like: You lean backward or thrust the ribs upward after the bell reaches its high point.

Special offer. See more information about Outbyte and uninstall instructions. Please review EULA and Privacy policy.

Correction: Finish standing tall with the abdomen braced, not by arching the lower back. The ACE version ends around chest or shoulder height; an overhead finish is not required.

Starting ballistic work too soon

What it looks like: The first fast repetitions immediately produce a rounded back, uncontrolled bell path, or inconsistent foot pressure.

Correction: Return to glute bridges, standing hip hinges, and controlled loaded hinges. Use ACE’s approximately 12-to-15-repetition loaded-hinge guideline as one way to organize practice, then add speed only when the pattern remains stable.

Which muscles the swing uses

ACE identifies the hamstrings, gluteus maximus, and adductor magnus among the prime movers for hip extension. Deep abdominal and spinal stabilizers help maintain intersegmental stability while the kettlebell moves, and the muscles of the hands and forearms maintain the grip.

Artemis Scantalides, whom ACE identifies as a StrongFirst Elite instructor and certified kettlebell Functional Movement Specialist, describes an appeal of the exercise this way: it “trains the body to maintain a stiff and stable spine while managing an unstable load.” That is her attributed description of what she likes about the swing; it is not evidence that swings prevent injury or produce a medical outcome.

How to practice and progress

Stage 1: rehearse the unloaded hinge

Perform slow repetitions with empty hands. Keep the feet planted, send the hips back, maintain the long spine, and return to standing without turning the movement into a squat. The goal is to feel the hips load and extend while the knees remain only slightly bent.

Stage 2: add a controlled load

Hold the kettlebell without creating ballistic speed. Practice reaching the handle, hiking it toward the thighs, and returning it to the floor under control. Keep the same shin and spine positions you used without the bell.

Stage 3: build the hinge volume

Use ACE’s teaching suggestion of approximately 12 to 15 well-controlled loaded-hinge repetitions as a possible checkpoint before ballistic work. The repetition count should be treated as a coaching guideline, not as a universal pass/fail standard.

Special offer. See more information about Outbyte and uninstall instructions. Please review EULA and Privacy policy.

Stage 4: introduce the swing

Add the hike and forceful hip extension. Let the bell rise only as high as the hip drive carries it, stopping around chest or shoulder height for this version. If you must pull with the arms, change the load or return to the controlled stage.

Stage 5: increase practice quality before load or speed

Progress only while every repetition preserves the hinge, grip, stable trunk, and controlled return. The sources do not establish a universal kettlebell weight, set scheme, or speed prescription, so those decisions should be based on your current technique and the method taught by your qualified coach.

A quick technique check before each set

  • The kettlebell is centered between your feet and the surrounding area is clear.
  • Your stance is about shoulder-width, with knees slightly bent.
  • Your hips can move backward while your shins stay relatively vertical.
  • Your spine remains long as you reach and hike the bell.
  • Both hands have a secure grip and your trunk is braced.
  • You can send the bell forward with hip extension rather than an arm lift.
  • The top position is tall and controlled, without leaning backward.
  • The descent returns to a hip hinge instead of a repeated squat.

When a repetition is not under control

End the set if you lose the handle, cannot keep a long spine, or begin compensating with a deep squat or an aggressive shoulder pull. Place the kettlebell down safely, reset your stance, and return to a slower or unloaded hinge. If a qualified coach is available, have that person observe the setup, backswing, and top position; the most useful correction depends on which phase is breaking down.

The featured technique is deliberately specific: a two-handed hinge with slight knee flexion, relatively vertical shins, forceful hip extension, and a chest- or shoulder-height finish. Other swing systems may organize the lowering phase or coaching cues differently, so use one coherent approach and master its positions before adding speed or load.

Frequently Asked Questions

Is a kettlebell swing a squat or a hinge?

The ACE version covered here is primarily a hip hinge. Your hips travel backward, your torso inclines with a long spine, and your knees bend only slightly. ACE also identifies a different version that uses more squat action while lowering, so follow the method being taught rather than blending cues.

How high should the kettlebell go?

For this two-handed version, let the bell rise to approximately chest or shoulder height. A separate overhead lift is not required; if the bell only reaches that height when you pull hard with your shoulders, rebuild the hip drive or adjust the load.

Should my arms lift the kettlebell?

No. The legs and hips create the momentum through rapid hip extension. Your arms remain connected and guide the bell’s path. Treating the swing like a front raise is a common technical error.

How do I know whether I am hinging correctly?

Your hips move back, your shins stay relatively vertical, your knees remain slightly flexed, and your spine stays long. The bell travels between your thighs rather than moving mostly straight up and down as it would in a squat pattern.

What’s actually slowing this PC down?

Pick the symptom - the matching free tool is one click away.

What should I practice before swinging fast?

Practice unloaded standing hip hinges, and ACE also lists glute bridges as a possible practice or warm-up movement. Then rehearse the same pattern with a controlled kettlebell. ACE gives about 12 to 15 good loaded-hinge repetitions as one teaching guideline before ballistic work; it is not a universal readiness test.

What muscles does the swing train?

ACE identifies the hamstrings, gluteus maximus, and adductor magnus among the prime movers for hip extension. Deep abdominal and spinal stabilizers help maintain trunk stability, while the hands and forearms maintain the grip.

Do I need to use a particular kettlebell weight?

No universally correct weight is established here. Choose a two-handed kettlebell that you can control while preserving the hinge, long spine, secure grip, and consistent trajectory. Technique should determine progression rather than a fixed weight prescription.

When should I stop a set?

Stop if you lose control of the handle, cannot maintain a long spine, or start compensating with a deep squat or aggressive shoulder pull. Set the bell down safely and return to a slower or unloaded hinge before trying ballistic repetitions again.

Special offer. See more information about Outbyte and uninstall instructions. Please review EULA and Privacy policy.

The Bottom Line

For the ACE two-handed swing, set the bell between shoulder-width feet, hinge back with slightly bent knees and relatively vertical shins, hike it between your thighs, and drive your hips forward. Let the bell float to chest or shoulder height while your arms guide it, then hinge again as it descends. Master the unloaded and controlled hinge first, and use one coherent coaching approach because squat-style swing variations use different mechanics.
