How to choose a vitamin D supplement: dose, form, and quality checks

The right vitamin D supplement depends first on your age, life stage, total vitamin D intake, and reason for considering supplementation. Use the U.S. reference intakes to orient your choice, then compare D2 with D3, check the amount per serving in both micrograms and IU, review every ingredient, and confirm any independent certification in the certifier’s current directory. The adult upper limit of 4,000 IU (100 mcg) per day is a safety ceiling from all sources—not a routine target or a treatment prescription.

This guide reflects reference information reported by the NIH Office of Dietary Supplements (ODS), whose fact sheet was updated June 27, 2025. It is general U.S. guidance, not an individualized diagnosis or dosing plan.

Start with your age, life stage, and total intake

Vitamin D recommendations are population reference values for generally healthy people. They are not instructions to diagnose or treat deficiency. Before choosing a bottle, add vitamin D from food, fortified products, multivitamins, and any other supplements. Otherwise, a seemingly modest product can push your total intake higher than intended.

Life stage Recommended intake Micrograms What the figure means
Birth through 12 months 400 IU per day 10 mcg Population recommendation for infants
Age 1 through 70 600 IU per day 15 mcg Includes adults in this age range
Pregnancy and lactation 600 IU per day 15 mcg The same reference intake as ages 1–70
Over age 70 800 IU per day 20 mcg Population recommendation for older adults

These values come from the Food and Nutrition Board reports summarized by NIH ODS. They describe an average daily intake for healthy people, not the dose a clinician might use after evaluating a laboratory result, malabsorption, kidney disease, or another medical issue.

Account for food and fortified products

Read the labels of milk or plant beverages, breakfast cereals, yogurt, meal replacements, and multivitamins you use regularly. Add their vitamin D to the amount in a dedicated supplement. The number printed on a bottle is usually the amount per serving, so your actual daily total also depends on how many units you take and whether another product contains the nutrient.

Use the reference intake as a starting point, not a prescription

A clinician may recommend a different amount for a limited period when treating confirmed deficiency or another condition. Do not turn a treatment regimen into a permanent self-directed dose, and do not assume that a higher amount is better simply because a lower amount matches the reference intake.

Understand IU, micrograms, serving size, and the upper limit

Vitamin D labels use two units. One microgram (mcg) equals 40 international units (IU). To convert micrograms to IU, multiply by 40; to convert IU to micrograms, divide by 40.

Special offer. See more information about Outbyte and uninstall instructions. Please review EULA and Privacy policy.
  • 10 mcg = 400 IU
  • 15 mcg = 600 IU
  • 20 mcg = 800 IU
  • 25 mcg = 1,000 IU
  • 100 mcg = 4,000 IU

Check both the serving size and the amount per serving. A “serving” might be one tablet, two capsules, a measured dropper, or another quantity. If directions say to take two units but the panel lists amounts for one, double the listed vitamin D when calculating your daily total.

Adult and child tolerable upper intake levels

The tolerable upper intake level (UL) is the highest average daily intake unlikely to cause adverse effects for a population. It includes vitamin D from food, fortified products, and supplements. It is a ceiling, not a goal.

Age UL per day Equivalent in micrograms
Birth–6 months 1,000 IU 25 mcg
7–12 months 1,500 IU 37.5 mcg
1–3 years 2,500 IU 62.5 mcg
4–8 years 3,000 IU 75 mcg
9 years and older, including adults 4,000 IU 100 mcg

ODS notes that a health professional may direct a temporary treatment dose above a UL. That exception should be supervised; it does not make the higher amount appropriate for routine use.

Why excessive intake is dangerous

Too much supplemental vitamin D can raise blood calcium (hypercalcemia) and urinary calcium (hypercalciuria). Severe toxicity can lead to kidney failure, calcium deposits in soft tissues, abnormal heart rhythms, or death. The risk comes mainly from excessive supplement use rather than ordinary sun exposure. Stop self-escalating a dose and seek medical advice if you develop symptoms such as persistent nausea, vomiting, unusual thirst, frequent urination, weakness, confusion, or flank pain while taking high amounts.

Choose between vitamin D2 and D3

The two principal forms are vitamin D2 (ergocalciferol) and vitamin D3 (cholecalciferol). Both are absorbed and can raise blood levels of 25-hydroxyvitamin D [25(OH)D]. NIH ODS summarizes evidence that D3 generally raises 25(OH)D more and keeps levels higher for longer, while D2 remains a legitimate form and can be effective.

Question D2 (ergocalciferol) D3 (cholecalciferol)
How it is commonly made Ultraviolet irradiation of yeast ergosterol Often made from lanolin-derived material; lichen-derived animal-free D3 is also available
Raises 25(OH)D? Yes Yes
Typical pattern in evidence summarized by ODS Often produces a smaller or less sustained rise than D3 Generally raises levels more and maintains higher levels longer
Dietary sourcing Often suitable for people avoiding animal-derived ingredients, but verify the complete product Do not assume it is animal-free; verify whether the source is lanolin or lichen

When D3 may be the practical choice

If your only criterion is which form generally produces the larger, longer-lasting increase in 25(OH)D, D3 has the stronger average evidence summarized by ODS. That does not mean every person must use D3 or that D2 is ineffective. Follow a clinician’s prescribed form when one has been selected for a medical reason.

When D2 or animal-free D3 makes sense

D2 can fit a product made with yeast-derived ingredients. People seeking an animal-free product can look for lichen-derived D3, but the vitamin source alone is not enough to establish that the entire tablet, capsule, carrier oil, or manufacturing process meets a particular dietary standard. Ask the manufacturer when the label does not clearly identify the source and processing.

ODS reports that both forms appear able to cure rickets equivalently. The available evidence does not support blanket claims that D3 is universally required, that D2 never works, or that one delivery format is always superior.

Read the label before you buy

A useful label review is more than spotting a large IU number. Work through the panel in order so you know exactly what you would take.

  1. Find the serving size. Note whether the stated serving is one unit, multiple units, or a measured liquid volume.
  2. Record the vitamin D amount per serving. Write down both mcg and IU when both are shown. If only one appears, convert it using 1 mcg = 40 IU.
  3. Identify D2 or D3. Look for “ergocalciferol” or “cholecalciferol,” then check the source if animal-free or allergen considerations matter.
  4. Apply the directions to your actual routine. Calculate the amount you would take each day, not merely the amount shown for one serving.
  5. Add other sources. Include multivitamins, combination bone-health products, fortified foods, and drinks.
  6. Read the other-ingredients list. Check oils, gelatin, sweeteners, colors, preservatives, allergens, and capsule materials against your dietary and medical requirements.
  7. Check storage and expiration information. Follow the manufacturer’s storage directions and do not use a product past its expiration date or with a damaged seal.

Do not confuse a high number with a better product

A 5,000-IU or 10,000-IU serving may be appropriate only when a clinician has given you a specific plan. For general self-directed use, compare your total intake with the age-appropriate reference intake and adult or child UL rather than selecting the largest number on the shelf.

Compare products on a like-for-like basis

When evaluating two labels, compare the following in one table or note:

  • IU and mcg per serving;
  • number of tablets, capsules, or drops that make a serving;
  • D2 versus D3 and the stated source;
  • other ingredients and dietary suitability;
  • directions, storage requirements, and expiration date;
  • independent verification and the exact scope of that verification.

Do not compare price per bottle alone. If you later compare cost, use cost per labeled daily serving and confirm that the serving directions are comparable. Product prices and availability change, and no single price is established here.

Check quality claims and independent verification

In the United States, dietary supplements are not approved by the FDA for safety and effectiveness before they reach consumers. A label therefore cannot, by itself, prove that a product contains the stated amount, is free of unacceptable contaminants, or will provide a clinical benefit for you.

What independent certification can add

Independent programs evaluate specified quality attributes. NSF describes its dietary-supplement certification as including label-claim review, toxicology review, and contaminant review. That is an additional quality check, not a determination that you need vitamin D or that the product will correct an individual’s laboratory result.

  1. Find the certification mark on the package.
  2. Go to the certifier’s current online directory rather than relying on the logo alone.
  3. Search the exact product name, strength, form, and package details.
  4. Confirm that the listing is current and applies to the product you are holding, not merely to a manufacturer or a different strength.
  5. Read what the program actually tests and what it does not claim to establish.

Certification status can change as products are reformulated or listings expire. Check the directory at the time of purchase, especially when buying online or switching package sizes.

What certification does not establish

  • That supplementation is medically necessary for you;
  • that a particular dose is appropriate for your age, kidney function, pregnancy, or medications;
  • that the product treats a disease;
  • that all ingredients meet your personal dietary rules unless the program specifically addresses them;
  • that a softgel, tablet, gummy, or liquid is clinically superior to another format.

Review medicines and health circumstances before taking more

Tell a clinician or pharmacist about every supplement you use. Vitamin D can interact with medicines, and the risk may depend on dose and duration.

Special offer. See more information about Outbyte and uninstall instructions. Please review EULA and Privacy policy.
  • Orlistat: may reduce absorption of fat-soluble vitamins, including vitamin D.
  • Some statins: high-dose vitamin D can be relevant with atorvastatin, lovastatin, or simvastatin; ask a pharmacist to review your specific regimen.
  • Corticosteroids: drugs such as prednisone can affect vitamin D and calcium metabolism.
  • Thiazide diuretics: combining them with vitamin D may raise blood calcium too high, particularly in susceptible people.

Ask before starting or increasing a supplement if you have kidney disease, a history of kidney stones or high calcium, disorders affecting absorption, granulomatous disease, or another condition managed with calcium or vitamin D. Pregnancy and lactation have the same 600-IU reference intake as ages 1–70, but your prenatal-care professional should review any additional product.

Bring the actual bottle to a medication review

Online product names can be ambiguous, and two products with similar names may differ in strength or serving size. Take a photograph of the Supplement Facts panel or bring the container so the professional can check the precise form, dose, and other ingredients.

Know what a vitamin D blood test can and cannot tell you

Vitamin D status is usually assessed with a serum 25-hydroxyvitamin D [25(OH)D] test. The related 1,25-dihydroxyvitamin D test is generally not the routine test for vitamin D stores.

ODS notes that laboratory assays vary and that thresholds associated with deficiency have not been definitively identified. A single number should therefore be interpreted with your symptoms, medical history, kidney and liver function, medications, and the laboratory’s method. Do not diagnose yourself or change to a high-dose regimen from an isolated online result.

After a clinician recommends treatment

  1. Ask which form, dose, schedule, and duration are intended.
  2. Clarify whether the amount includes your existing multivitamin or fortified foods.
  3. Ask when, or whether, a repeat 25(OH)D or calcium test is needed.
  4. Report new symptoms and bring an updated list of all supplements to follow-up visits.

Use a simple decision framework

If you are choosing a routine product for an adult

Start by totaling your current intake. Compare the candidate serving with the 600-IU reference intake for ages 1–70 or 800 IU for adults over 70, while staying below the 4,000-IU adult UL unless a professional has prescribed otherwise. D3 is the form that generally raises and maintains 25(OH)D more effectively, but D2 remains a valid option.

  • Gluten Free Vitamins: Sourced from high-quality ingredients, this adult Vitamin D supplement is gluten free and has no color added and no artificial flavors

If you follow a vegan or animal-free diet

Look for clearly identified lichen-derived D3 or a D2 product, and verify capsule, carrier, and processing details with the manufacturer. The word “D3” alone does not prove animal-free sourcing.

If you are selecting for a child or infant

Use the child’s age-specific recommendation and UL, not an adult product divided by guesswork. Confirm the concentration and measuring device for drops or liquids. A pediatric clinician or pharmacist can check the dose, especially for infants.

If you take interacting medicines or want a high dose

Pause the purchase and obtain a medication review. A professional may recommend testing, a different schedule, or no supplement at all. Do not use an adult UL as permission to take that amount every day.

Common mistakes and how to prevent them

  • Counting only the dedicated supplement: add fortified foods and every other supplement.
  • Mixing up mcg and IU: use the 40-IU-per-microgram conversion before comparing labels.
  • Ignoring serving size: multiply the panel amount by the number of units you actually take.
  • Assuming every D3 is vegan: verify lanolin, lichen, capsule, and processing sources.
  • Treating a certification logo as a medical endorsement: certification addresses defined quality checks, not personal need or treatment benefit.
  • Choosing the largest dose: the UL is a safety boundary, and excess can cause serious calcium-related toxicity.
  • Self-diagnosing from one test: 25(OH)D results require clinical context because assays and deficiency thresholds vary.
  • Failing to update your medication list: disclose the supplement before a prescription changes or a new one is added.

A final purchase checklist

Before placing an order or opening a bottle, confirm:

  • Your age and life stage match the reference intake you used.
  • You have totaled vitamin D from food, fortified products, and other supplements.
  • The label states D2 or D3 and gives the amount per serving in a unit you understand.
  • The serving size and directions match how you intend to take it.
  • The source and other ingredients fit your dietary, allergy, and medical requirements.
  • Your total remains below the appropriate UL unless a clinician has instructed otherwise.
  • You checked the exact product in the certifier’s current directory if a certification mark is displayed.
  • A pharmacist or clinician has reviewed the plan if you take orlistat, certain statins, corticosteroids, thiazide diuretics, or other relevant medicines.

The best choice is not the bottle with the biggest number or the most impressive claim. It is the product whose form, labeled amount, ingredients, verification status, and dosing plan fit your age, total intake, dietary needs, and medical context.
