Calculate your cutoff by subtracting a dose-appropriate buffer from your planned bedtime. For a typical 107 mg coffee, start with about 8.8 hours (roughly nine hours) before bed. For a 217.5 mg pre-workout serving, the modeled buffer is 13.2 hours. A 400 mg dose has disrupted objectively measured sleep even when taken six hours before bed, so six hours is not a universal safe rule. These are evidence-informed starting points, not guarantees or individualized medical prescriptions.
The calculation in one line
Caffeine cutoff = planned bedtime − buffer for the amount you consumed.

Use the bedtime you actually intend to keep, not the time you usually get into bed after lying awake. Then estimate the caffeine dose in your last serving. The dose matters: coffee, tea, energy drinks and supplements can contain very different amounts, and a “cup” is not a standardized caffeine measurement.

- Write down your planned bedtime.
- Find the caffeine amount in the last serving from the package label, a manufacturer specification or a reliable food database.
- Subtract an evidence-informed buffer. About nine hours is a practical starting point for a typical 107 mg coffee. Use a longer interval for larger doses; the estimate for a 217.5 mg standard pre-workout serving is 13.2 hours.
- Track your sleep for several nights. If you still have problems, test an earlier cutoff rather than assuming the first interval is sufficient.
The estimates come from studies that measured sleep under particular conditions. They indicate when measurable sleep loss becomes less likely; they do not promise that every person will fall asleep easily at that time.

Starting buffers by caffeine dose
| Last caffeine dose | Starting buffer before bedtime | What the estimate means |
|---|---|---|
| About 107 mg (a 250 mL coffee used in a 2023 meta-analysis) | 8.8 hours, commonly rounded to 9 hours | Modeled interval intended to avoid a reduction in total sleep time on average; not a guarantee for an individual. |
| About 217.5 mg (the standard pre-workout serving modeled in the same analysis) | 13.2 hours (13 hours 12 minutes) | Longer interval reflects the larger dose and the analysis’s target of avoiding measurable total-sleep-time loss. |
| 400 mg | At least 6 hours as a minimum caution, with an earlier cutoff often prudent | A controlled 2013 study found objective sleep disruption at bedtime and at 3 and 6 hours before bed. Six hours should not be interpreted as a generally safe interval. |
| 100 mg | No single universal interval established | A 2024 trial found no significant objective or subjective effect under its tested conditions, but its small, narrow sample cannot define a cutoff for everyone. |
The approximately nine-hour figure is also used in a 2026 CDC-hosted review summary as a practical estimate for avoiding measurable sleep loss from a typical cup of coffee. It aligns with the 8.8-hour meta-analysis estimate, but both remain population-level guidance.
Worked examples
10:30 p.m. bedtime and ordinary coffee
Subtract nine hours from 10:30 p.m. The starting cutoff is 1:30 p.m. Using the unrounded 8.8-hour estimate gives 1:42 p.m. Treat the difference as rounding, not as a meaningful boundary.
10:30 p.m. bedtime and a standard pre-workout
Subtract 13.2 hours (13 hours 12 minutes). The calculated cutoff is about 9:18 a.m. A workout at lunchtime would therefore fall inside the modeled risk window for this dose.

11:00 p.m. bedtime and a 150 mg energy drink
The studies do not provide a validated personal formula for every intermediate dose. Because 150 mg is higher than the coffee example but lower than the modeled pre-workout, use the nine-hour coffee interval only as a minimum starting point and consider moving earlier if sleep is sensitive. Do not interpolate the published numbers as though they were a guaranteed linear equation.
7:00 a.m. bedtime for a night-shift worker
Keep the same arithmetic. A nine-hour buffer places the cutoff at 10:00 p.m. the previous evening for a typical coffee. If your sleep period changes from day to day, recalculate from each planned sleep time rather than anchoring to the clock time alone.
Midnight bedtime and a 200 mg drink
There is no published cutoff in the cited studies for exactly 200 mg. As a conservative experiment, start no later than about 3:00 p.m. using the nine-hour coffee buffer, then move earlier if your sleep is shortened or fragmented. This is a cautious application of the available dose examples, not a validated 200 mg calculator.
Why the buffer is so long: caffeine remains in the body
Caffeine half-life is the time required for the body to eliminate half of the caffeine that was absorbed. CDC/NIOSH describes a typical half-life of about five to six hours, with substantially longer persistence in some people. Half-life is not the same as “time until no caffeine remains.” After one half-life, roughly half remains; after two, roughly one-quarter remains, although absorption and elimination are not perfectly uniform.
For example, if a person absorbed 200 mg and had a five-hour half-life, a simplified model would leave about 100 mg after five hours and 50 mg after ten hours. The calculation is illustrative, not a personal pharmacokinetic test. A longer half-life, a larger dose or repeated servings can leave more caffeine active at bedtime than the clock suggests.

That remaining amount may matter even when you feel tired. Caffeine can reduce total sleep time, lower sleep efficiency, delay sleep onset and increase wakefulness after initially falling asleep. The size of each effect depends on dose, timing and the person studied. A person may also sleep for what feels like a normal duration while objective measurements show more fragmented or less efficient sleep.
What the major studies actually found
The 2013 400 mg controlled study
Drake and colleagues, writing in the Journal of Clinical Sleep Medicine in 2013, tested 400 mg of caffeine at bedtime, three hours before bedtime and six hours before bedtime, comparing results with placebo. Each timing significantly affected sleep measures. Objective measurements showed total sleep time falling by roughly 1.1 to 1.2 hours across the caffeine conditions.
Participants’ sleep diaries told a narrower story: at the six-hour timing, diary-reported sleep was 41 minutes shorter and did not reach conventional statistical significance (p = 0.08). The objective equipment detected disruption that people did not reliably perceive. Feeling unaffected therefore is not conclusive evidence that a dose had no effect. The authors supported avoiding substantial caffeine for a minimum of six hours before bedtime, but that conclusion concerned this high dose and study design.

Gardiner, Weakley and colleagues combined 24 studies in a 2023 Sleep Medicine Reviews analysis. Across the included evidence, caffeine was associated on average with:
- About 45 minutes less total sleep time.
- Approximately 7% lower sleep efficiency.
- About nine minutes longer sleep-onset latency.
- Roughly 12 minutes more wake after sleep onset.
Using dose and timing relationships, the authors estimated that a 107 mg coffee serving should be consumed at least 8.8 hours before bedtime to avoid reducing total sleep time. For a 217.5 mg standard pre-workout serving, the corresponding estimate was 13.2 hours. These are modeled, evidence-derived cutoffs, not clinical prescriptions.
The 2024 randomized crossover trial
Gardiner and colleagues later studied 23 healthy men with moderate habitual caffeine intake. The participants averaged 25.3 years old and received 100 mg or 400 mg at 4, 8 and 12 hours before bed in a randomized crossover design.
Under those tested conditions, a single 100 mg dose produced no significant objective or subjective sleep effect. The 400 mg dose did affect sleep, including when taken 12 hours before bedtime. The result demonstrates dose dependence, but the sample was small and limited to young men; it cannot establish that 100 mg is harmless for older adults, women, occasional users, people with insomnia or anyone with a different metabolism.
What a professional sleep organization said
In the American Academy of Sleep Medicine’s 2013 announcement about the high-dose study, president M. Safwan Badr, MD, said: “This study provides objective evidence supporting the general recommendation that avoiding caffeine in the late afternoon and at night is beneficial for sleep.” This is useful context for the findings, but it is an attributed statement from an announcement, not a personalized prescription or a substitute for the measured results.

Why “six hours” and “nine hours” are not contradictory
Recommendations appear different because they answer different questions.
| Recommendation | Dose and evidence | Outcome or purpose |
|---|---|---|
| At least six hours | 400 mg in the 2013 controlled study | Minimum caution against substantial caffeine; objective disruption still occurred at six hours. |
| About 8.8 to 9 hours | 107 mg coffee in the 2023 meta-analysis and 2026 CDC-hosted summary | Practical estimate aimed at avoiding measurable reduction in total sleep time. |
| About 13.2 hours | 217.5 mg standard pre-workout in the 2023 meta-analysis | Dose-specific modeled interval for the same total-sleep-time goal. |
| Effects even at 12 hours | 400 mg in the 2024 crossover trial | Shows that a large dose can remain relevant well beyond the six-hour minimum, in a small sample. |
Always compare four details before applying a recommendation: the dose, the interval before bed, the sleep outcome measured and the population or design. A six-hour statement about avoiding substantial caffeine is not evidence that a 107 mg coffee is safe six hours before bed, and a nine-hour modeled estimate is not proof that every person needs exactly nine hours.
How to estimate your actual dose
Read the label before doing the math
- Use the stated caffeine amount per serving, not merely the serving volume.
- Check how many servings are in the container. A can or scoop may contain more than one labeled serving.
- Include coffee, tea, cola, energy drinks, chocolate products and supplements consumed close together.
- For brewed drinks without a label, recognize that bean type, preparation method, serving size and brew strength can change the amount substantially.
- Record the time and amount of each serving if you are trying to identify a pattern.
Some products list caffeine from several ingredients separately, while others list only total caffeine. Pre-workout powders may have a serving-size scoop that differs from the amount people actually use. If you take one and a half scoops, calculate from the amount consumed rather than the nominal serving.
Account for multiple doses
The dose-specific estimates describe a serving, not a day of repeated intake. A 100 mg coffee at noon followed by another 100 mg drink at 3 p.m. is not equivalent to a single 100 mg dose at noon: the second serving adds caffeine while some of the first remains. When in doubt, use the latest and largest serving to choose a conservative starting point, then move the cutoff earlier if sleep remains disrupted.
Also consider a “hidden” late dose. A tea after dinner, chocolate dessert, headache medicine containing caffeine or a workout supplement can extend exposure even when the last coffee was early afternoon. Write down every source for several days before deciding that the cutoff failed.
A practical personal test
- Choose a consistent sleep window for at least several nights.
- Set the initial cutoff from the table according to the largest late-day dose.
- Keep other variables as steady as practical, including wake time, alcohol and unusually intense evening exercise.
- Record when you fell asleep, awakenings, final wake time and how rested you felt. A wearable can add information, but consumer sleep estimates are not a diagnostic test.
- If sleep remains shortened or fragmented, move the cutoff earlier by 30 to 60 minutes for another trial rather than concluding that caffeine has no role.
- If persistent insomnia, excessive daytime sleepiness or another sleep problem continues, discuss it with a clinician.
Compare several nights rather than one unusually bad night. Stress, illness, travel, noise and changing wake times can overwhelm a small caffeine effect. The aim is to identify a useful personal routine, not to prove a precise biological threshold.
People who should not rely on a generic cutoff
The cited studies do not supply reliable adjustment factors for pregnancy, medication interactions, liver conditions, hormonal changes, diagnosed sleep disorders or unusually high sensitivity. Caffeine elimination can be much longer in some people, and the evidence does not provide a validated calculator that converts any of those factors into an exact number of hours.

Common mistakes and how to correct them
- Using bedtime instead of sleep time: If you plan to be asleep at 10:30 p.m. but routinely take 30 minutes to fall asleep, calculate from 10:30 p.m. and treat the result as a starting point; do not extend caffeine later simply because you get into bed earlier.
- Assuming every cup equals 107 mg: The meta-analysis used a defined 107 mg serving. Measure or verify your drink when possible.
- Treating six hours as a guarantee: The 400 mg study found objective disruption at six hours. Use a longer buffer for larger doses or if you are sensitive.
- Trusting subjective sleep alone: The 2013 study found objective changes that participants did not fully recognize.
- Ignoring dose size: The 2023 estimates differ by 4.4 hours between the modeled coffee and pre-workout servings.
- Rounding too precisely: Calling a cutoff 1:42 p.m. rather than 1:30 p.m. does not make the estimate more accurate. The underlying studies describe averages, not minute-by-minute boundaries.
- Forgetting the previous dose: Caffeine taken earlier may still be present when a later drink is consumed, so repeated servings accumulate.
- Expecting a consumer app or device to produce a medical answer: A tracker can total reported intake, but no cited product calculates an individualized, clinically validated cutoff from your physiology.
What to do if you need an afternoon energy boost
If a nine-hour cutoff makes your usual afternoon coffee incompatible with bedtime, consider non-caffeine options such as water, a meal or a brief walk, depending on your situation. Decaffeinated or caffeine-free beverages may help preserve the ritual, but check the label: “decaf” does not necessarily mean zero caffeine, and products vary. No particular commercial product is required to perform the calculation.
Frequently asked questions
Is nine hours always necessary?
No. Nine hours is a practical starting estimate for a 107 mg coffee when the goal is to reduce measurable loss of total sleep time. Some people may tolerate less, while others need more because of dose, metabolism or sensitivity.
Can I safely drink coffee six hours before bed?
There is no universal yes. A 400 mg dose caused objective disruption six hours before bedtime in the 2013 study. A smaller dose may have a smaller effect, but the six-hour result should not be treated as proof of safety for every coffee.
Quick wins for a faster PC:
Repair Windows errors before they cause bigger problemsFix Now →Fix the driver behind crashes, sound loss and screen glitchesFind Drivers →Clear out junk files and repair common Windows errorsFree Scan →Why does the pre-workout cutoff come so early?
The modeled serving contained about 217.5 mg, roughly twice the caffeine in the 107 mg coffee example. The 2023 analysis estimated 13.2 hours for that larger dose to avoid reducing total sleep time.
What if I do not know how much caffeine my drink contains?
Check the label, manufacturer information or a reliable food database. If the amount remains uncertain, choose the earlier cutoff associated with a larger plausible dose and observe your sleep response.
Does half-life tell me exactly when to stop?
No. Half-life explains why caffeine can remain at bedtime, but it does not account for every absorption and sleep effect. It is one reason to use an evidence-informed buffer rather than simply waiting until you feel tired.
Can I use the 100 mg result to keep an evening coffee?
Not confidently. The 2024 trial found no significant effect from a single 100 mg dose under its tested conditions, but it included only 23 healthy young men. The result does not establish safety for every person or timing.
Should night-shift workers use a different formula?
Use the same subtraction from the sleep period you plan to protect. For a 7:00 a.m. bedtime, a nine-hour coffee buffer gives a 10:00 p.m. cutoff the previous evening.

When should I seek medical advice?
Discuss persistent insomnia, excessive daytime sleepiness or suspected medication and health-related sensitivity with a clinician or pharmacist. The cited studies do not provide individualized adjustments for pregnancy, liver disease, hormonal changes or diagnosed sleep disorders.
Bottom line for choosing your cutoff
For a typical coffee, begin by stopping caffeine about nine hours before your planned bedtime. For a standard 217.5 mg pre-workout serving, the modeled starting point is about 13 hours 12 minutes before bed. Treat six hours as a minimum high-dose caution from one 400 mg experiment, not as a universal safe interval. Because metabolism, dose, timing and sleep sensitivity vary, move the cutoff earlier when sleep remains disrupted and seek clinical advice for persistent problems.
Frequently Asked Questions
How do I calculate my caffeine cutoff time?
Take your planned bedtime and subtract a dose-appropriate buffer. Start with about 9 hours for a 107 mg coffee and about 13.2 hours for a 217.5 mg pre-workout serving.

Not necessarily. A 400 mg dose disrupted objectively measured sleep when taken six hours before bedtime, so six hours is a minimum caution from one study, not a universal safe interval.
What if I drink several caffeinated beverages?
Record every serving and its caffeine amount. Later doses add to caffeine still remaining from earlier servings; use the latest and largest dose as a conservative starting point and move the cutoff earlier if needed.
Does caffeine half-life determine my exact cutoff?
No. CDC/NIOSH describes a typical five- to six-hour half-life, sometimes longer, but half-life alone cannot produce an individualized sleep prescription.
Are decaf drinks completely caffeine-free?
Not automatically. Check the product label because decaffeinated products can contain some caffeine and amounts vary.

Who should get personalized advice?
People who are pregnant, take interacting medicines, have liver conditions or diagnosed sleep disorders, experience unusual sensitivity, or have persistent insomnia should ask a clinician or pharmacist rather than rely on a generic cutoff.
The Bottom Line
Start with bedtime minus nine hours for a typical coffee, and bedtime minus 13.2 hours for a 217.5 mg pre-workout serving. A six-hour interval is not a universal safety guarantee, especially for large doses. Track your response, move the cutoff earlier when sleep remains disrupted, and seek professional advice for persistent or medically complicated problems.
