How to Build Stronger Social Connections When You Feel Lonely

Feeling lonely is not proof that you have failed at friendship. It is a signal that your current relationships, contact or sense of belonging do not match what you want. Start with small actions you can repeat: contact someone who cares about you, put a regular check-in on the calendar, or join an activity where the same people meet again. Stronger connection usually grows through consistent, two-way contact rather than one dramatic social effort.

This guide separates loneliness from social isolation, explains practical ways to create and deepen relationships, and helps you adapt those ideas when money, health, transport, discrimination, grief or other barriers make connection difficult. The suggestions are general public-health guidance, not a guaranteed cure or an individual treatment plan.

Loneliness and social isolation are related, but they are not the same

The Centers for Disease Control and Prevention (CDC) describes social connectedness in terms of the number and variety of relationships you want, the roles those relationships play, the support they provide, and whether their quality feels positive or negative. It includes belonging as well as contact.

Loneliness is a subjective feeling: you feel alone, disconnected or without the meaningful closeness you want. It can happen even when you have a partner, family, colleagues or a large online network. Social isolation describes having little or no relationship contact or support. A person can be socially isolated without describing themselves as lonely, while another person can feel lonely despite frequent contact.

That distinction changes what may help. If you have people around you but conversations feel superficial or unsafe, improving relationship quality may matter more than adding contacts. If you rarely see anyone, a practical first step may be creating predictable opportunities to meet or speak with people.

How common is the experience?

On its 2024 health-effects page, the CDC reports that about one in three adults in the United States say they feel lonely and about one in four say they lack social and emotional support. The underlying report covered 39 states, the District of Columbia, Puerto Rico and the U.S. Virgin Islands; the figures are not a complete count of every U.S. adult, and the page’s 2024 publication date is not necessarily the survey year.

The CDC associates social isolation and loneliness with higher risk of heart disease, stroke, type 2 diabetes, depression, anxiety, suicidal thoughts, self-harm, dementia and earlier death. These are population-level associations, not predictions that any individual will develop one of those conditions.

How do I make friends when I feel lonely?

Choose a first action that is small enough to repeat on an ordinary week. The aim is not to force instant intimacy; it is to create more chances for safe, mutual contact.

Make outreach a routine

Write down two or three people who have shown care in the past: a relative, former colleague, neighbor, classmate or friend you have lost touch with. Send one a specific, low-pressure message such as, “I was thinking of you. Would you like a 15-minute call this week?” Specific timing makes it easier to answer than “We should catch up sometime.”

Do not put all of your hope on one relationship. Contact more than one person over time so a delayed reply does not become a verdict on your worth. If a person cannot respond, try another channel or another contact rather than assuming rejection. A short call, voice message, text exchange or walk can all count as contact; choose the format that fits your energy and circumstances.

Put regular check-ins on the calendar

Ask someone to try a recurring arrangement: a Sunday call, a monthly coffee, a shared commute or a message after a weekly class. Repetition matters because familiarity lowers the pressure to perform and gives both people a dependable point of contact. Keep the first commitment modest enough that illness, caring duties or a difficult week do not make it impossible to maintain.

Use an interest as a bridge

Look for a group built around something you already value: volunteering, a community garden, recreation, a book or language group, a faith or cultural organization, or another local activity. A shared task gives you a natural conversation topic and lets people see one another repeatedly. You do not have to disclose personal loneliness or become highly sociable on the first visit.

Before committing, check whether the group is welcoming, respectful and realistically accessible. Ask about the meeting schedule, cost, transport, language, physical access and whether newcomers can attend without prior experience. If a group feels dismissive or unsafe, leaving is a reasonable response; persistence is not required in every setting.

Share something already in your week

The CDC suggests doing ordinary activities with other people, such as exercising or cooking together. Invite someone to join an activity that already exists in your routine: a grocery trip, a short walk, a game, a study session or preparing a meal. This can be easier than inventing a completely new social identity and gives the meeting a clear beginning and end.

How can I build stronger social connections?

More contacts do not automatically produce belonging. Relationship strength is built through reciprocal support, reliable responsiveness and attention to how interactions feel.

Ask for support clearly

People cannot reliably guess what you need. Make a concrete request: “Could you call me after my appointment?” “Can you help me compare these forms?” or “I would like company while I take a walk.” A specific request lets the other person decide what they can offer and gives you a way to acknowledge the help.

Offer support without taking over

Ask what would be useful before acting. You might share a meal, provide a ride, listen, help with a practical task or introduce someone to a group. Support should be mutual over time, but it does not have to be perfectly equal at every moment; illness, grief or a major transition can temporarily change what each person can contribute.

Show responsiveness and gratitude

Reply when you can, follow up on something a person told you, and say specifically what their support meant. A brief “Thank you for checking in; it helped me get through a hard afternoon” communicates more than a generic reaction. If you need longer to answer, a message such as “I saw this and will reply tomorrow” can preserve the connection without pretending to have energy you do not have.

Address conflict and negative patterns

Meaningful ties still include misunderstandings. Raise a problem when you are calm, describe the behavior and its effect, and ask for a change: “When plans change without notice, I feel shut out. Could we text each other earlier?” Listen to the other person’s view and decide whether the relationship can become respectful. If interactions repeatedly involve contempt, coercion or abuse, prioritize safety and seek appropriate support rather than trying to repair the relationship alone.

Which connection option should I try?

No activity has been shown to be the best choice for every person. The CDC’s overview of promising approaches includes the options below, but it also says more research is needed on prevention, measurement and interventions. Treat the table as a way to choose a workable experiment, not as a ranking or a promise.

Option What it can provide Questions to ask before starting
Peer-support group Contact with people who share an experience, challenge or goal; mutual understanding may reduce the pressure to explain yourself. Is it facilitated well, confidential where appropriate, and respectful of different viewpoints?
Weekly phone companionship Predictable one-to-one contact when travel, health or anxiety make in-person meetings difficult. Can you choose call times, language and the level of support? What happens if a call is missed?
Virtual program or group Participation from home and access to people outside your immediate neighborhood. Do you have the device, connection, privacy and digital skills needed? Is there a way to report harassment?
Social-skills or conflict-resolution training Practice starting conversations, listening, setting boundaries or repairing disagreements. Is the approach collaborative rather than blaming, and does the instructor understand your culture or disability?
Intergenerational program Regular contact across age groups through mentoring, learning or shared activities. Are roles, safeguarding and expectations clear for everyone involved?
Built-environment or community gathering changes Accessible parks, transport and public places can create more chances to meet without a private invitation. Is the route affordable, physically accessible, safe and usable at the times you are free?

Use four filters when comparing choices: interest and comfort (would you willingly return?), access (cost, transport, language, disability, health and schedule), repeated contact (will you encounter the same people again?), and support and safety (does the setting feel welcoming and respectful?). Also consider format: in-person, telephone, peer-led or virtual contact may each be the most practical at different times.

What can I do when I feel disconnected from people?

Disconnection is often shaped by circumstances, not just motivation. The CDC lists chronic or mental-health conditions, disability, discrimination or marginalization, limited resources, rural location, limited transportation, language barriers, violence or abuse, divorce, unemployment and bereavement as factors that can make connection harder. Low-income adults, young adults, older adults, people living alone, immigrants, and gay, lesbian or bisexual people may face higher exposure to some of these conditions; membership in a group does not determine how any individual feels.

Barrier Possible adaptation
Limited money Look for free library, park, volunteer, mutual-aid or community-center activities. Ask whether fees can be waived before ruling out a group.
Transportation or rural distance Try phone or virtual companionship, coordinate a shared ride, or ask local organizations about transport and mobile programs.
Disability, chronic illness or fatigue Request seating, shorter sessions, remote participation or a flexible arrival time. Choose a pace that does not worsen symptoms.
Language or cultural mismatch Search for groups using your preferred language or cultural setting, and ask organizers how interpretation or translation is handled.
Grief, divorce or unemployment Consider a peer group or counselor familiar with the transition; explain that your availability or emotional capacity may vary.
Past violence, abuse or discrimination Choose settings with clear conduct rules and safeguarding, and leave or seek help if contact becomes threatening or coercive.
Anxiety about entering a new group Ask a trusted person to attend once, contact the organizer in advance, or begin with a one-to-one call before a larger meeting.

Community conditions matter as much as individual effort. Health care, transportation, accessible parks, libraries, community organizations and safe places to gather can expand or restrict a person’s options. The U.S. Surgeon General’s 2023 advisory describes connection as shaped by cultural, community and societal conditions and calls for a whole-of-society response. HHS’s Social Connection page, last reviewed February 19, 2025, provides a framework and fact card for that broader view. The World Health Organization’s Commission on Social Connection report page, dated June 30, 2025, likewise frames the issue globally and calls for scalable action.

A manageable first-week plan

This is an example of how to turn the suggestions into small, repeatable steps. Adjust or skip any step that conflicts with your health, safety, responsibilities or access.

  1. Day 1: name the gap. Write one sentence about what you want more of: someone to talk with, practical help, shared activity, affection or a sense of belonging.
  2. Day 2: choose two contacts. Send a specific invitation or request to two people who have shown care. Offer a call, walk or shared task with a realistic time limit.
  3. Day 3: find one recurring setting. Check a local organization, volunteer opportunity, recreation activity, library program or online group related to an existing interest. Note its cost, access and schedule.
  4. Day 4: make one activity shared. Invite someone to join an exercise session, meal preparation, errand or other activity already on your calendar.
  5. Day 5: practice reciprocity. Ask a person what support would help them and offer one feasible form of help. Receive their answer without promising more than you can provide.
  6. Day 6: review the fit. Record which interaction felt energizing, neutral, stressful or unsafe. A poor fit is information; it is not evidence that connection is impossible.
  7. Day 7: schedule the next contact. Put one follow-up call, meeting or message on the calendar. Repetition, rather than a single intense week, is what gives a new connection a chance to develop.

When should I seek professional or community support?

Contact a health professional or suitable community service if loneliness or disconnection is persistent, highly stressful or tied to a major challenge such as a health problem, divorce or bereavement. A clinician can help assess depression, anxiety, trauma, cognitive changes or other concerns that may be affecting your ability to connect; a counselor, social worker or community navigator may also know about local groups, transport and financial assistance.

Tell the professional what is happening in practical terms: how long you have felt disconnected, how it affects sleep, work, appetite or daily tasks, which contacts you have tried, and what barriers stand in the way. If you are in immediate danger or thinking about harming yourself, use local emergency services or a crisis service in your country now; do not wait for a social activity to solve an urgent safety problem.

The CDC states, “Even though no official guidelines exist, below are some suggestions for what you can do to improve social connections.” That qualification matters. The CDC pages published in May 2024 offer public-health suggestions and examples of promising approaches, not a prescribed dose, schedule or guaranteed intervention. Choose the smallest safe action that fits your circumstances, measure progress by opportunities for meaningful contact rather than by a friend-count, and ask for help when the situation remains difficult.
