You can build strength and muscle as you age. The practical starting point is resistance exercise at least two days a week, covering all major muscle groups and increasing the challenge gradually. Bodyweight, resistance bands, and weights can all work; the best choice is one you can use safely and consistently.
Why strength training still matters with age
Regular strength work can help maintain muscle function, strength, mobility, and the ability to manage everyday activities. It is not too late to begin: start at a level you can control and build from there. Individual results vary, and no particular outcome is guaranteed.

Strength training is one part of a well-rounded routine. The National Institute on Aging recommends combining muscle-strengthening activity with aerobic activity and balance practice for older adults. See NIA’s overview of the three types of exercise.
How often to train and what to work
The U.S. Physical Activity Guidelines recommend muscle-strengthening activity on at least two days each week, involving all major muscle groups: legs, hips, back, abdomen, chest, shoulders, and arms. The 2018 federal guidelines also describe one set of 8–12 repetitions as effective for improving strength; two or three sets may be more effective. Treat that as a general starting point, not a rule that every movement or person must follow.

Give a muscle group time to recover between sessions rather than training it on consecutive days. You can organize sessions as full-body workouts or divide muscle groups across different days; choose a schedule that lets you train consistently and recover.
Choose resistance you can control and progress
Bodyweight movements, resistance bands, hand-held weights, and weight machines are all options. A chair sit-to-stand, for example, can provide a starting leg exercise; a band row or a light dumbbell press can train the upper body. Select movements that suit your ability and can be performed with controlled form.
ACSM’s March 2026 summary of its resistance-training guidance says bands and home routines can improve strength, muscle growth, and physical function. It also reports that equipment type did not consistently affect results for the average healthy adult. That does not mean every option is equally suitable for every person; it means you do not need a gym or a specific product to begin.

When a movement feels comfortable and controlled, progress gradually by adding repetitions, sets, resistance, or training frequency. New exercisers can first practice without weights or bands. NIA’s strength-training guidance describes these gradual adjustments and beginner options.
Set the training goal without overreaching
ACSM’s 2026 summary gives different general approaches for healthy adults: heavier loads around 80% of one-repetition maximum and 2–3 sets per exercise for strength; about 10 weekly sets per muscle group for hypertrophy; and moderate loads of 30–70% of one-repetition maximum moved quickly during the lifting phase for power. These are broad training principles, not a ready-made prescription for an older beginner or someone with medical limitations. Avoid trying to estimate or lift a demanding maximum without appropriate experience and supervision.
You do not need to train until you cannot complete another repetition, use complicated periodization, or buy specialized equipment to make progress. ACSM’s summary says those factors did not consistently change results for the average healthy adult. Start with a manageable plan and increase its difficulty only when you can maintain good form.

Train safely and adapt to health needs
Warm up with lighter effort before harder sets, breathe continuously rather than holding your breath, and avoid locking your joints. Stop or adjust a movement if it causes concerning pain, and ask a doctor or physical therapist if you are unsure whether it is appropriate. NIA offers these precautions in its strength-exercise advice.

If you have a chronic condition, significant pain, frailty, a recent fall, substantial balance problems, or uncertainty about safe movements, ask a clinician or physical therapist for individualized advice. For osteoporosis, NIA advises asking a health-care provider which activities are safe. For diabetes, its activity guidance includes monitoring blood glucose, footwear, and foot-injury risk.
