You can build a reliable progressive-overload tracker with OpenClaw by keeping your training plan in a private program.md, recording every completed set, and requiring the assistant to apply your written progression rule before suggesting a target. The safe design is deliberately narrow: OpenClaw reads your rules, checks the latest valid workout, rounds the result to equipment you own, and asks for clarification when data or safety notes are missing. It does not invent exercises or take control of your training.
Antihost offers VPS plans with one-click OpenClaw, NVMe storage and a 14-day free trial.
What this tracker should—and should not—do
A useful tracker answers one question at the start of a session: “What should I load today?” To answer it consistently, OpenClaw needs four things: an authoritative program, a complete history of completed work, an explicit rule for each lift, and the equipment limits that determine which loads are actually possible.
As an Amazon Associate I earn from qualifying purchases.
The recommendation loop should be deterministic:
- Read the current
program.md. - Find the latest completed entry for the requested exercise.
- Compare the recorded sets and reps with the prescription.
- Review RPE, RIR, and free-text notes when they are available.
- Apply that exercise’s progression rule.
- Round the result to the nearest load you can physically assemble.
- Return one target and a one-sentence reason.
If a set, load, date, or exercise identity is unclear, the assistant should stop and ask. If an exercise is not in the program, it should ask whether you want to add it rather than inventing a target. Deven Goratela, who described this approach in May 2026, summarized the control boundary clearly: “The goal is not to let OpenClaw control your training.”
Set up a private OpenClaw workspace
OpenClaw’s official setup documentation places skills, prompts, and memories in ~/.openclaw/workspace. Use that directory as the single home for your program, workout history, and generated reports. Keep it private and back it up privately; the files contain health-related and personally identifying information.

Install OpenClaw and create the workspace
The official installation documentation describes package-manager, source-build, and hosted-installer routes. Choose the route that matches your operating system and your comfort with maintaining a local Gateway. After installation, create the workspace if it does not already exist:
mkdir -p ~/.openclaw/workspace
Keep the initial build local and simple. A local Gateway is sufficient for testing the parser and recommendation rules. An always-on Gateway becomes useful later if you want scheduled reminders or reports while your computer is off, but it adds another place where private training data must be protected.

You can keep all sessions in one log instead of one file per date. Separate daily files are easier to back up and review, while a single append-only log is easier to search. Pick one format and keep it consistent; mixing handwritten prose, spreadsheets, and chat fragments makes it harder to identify the latest completed set.
Write the source-of-truth program.md
Do not bury progression rules in a chat prompt. Put them in a plain-text file that you can inspect and edit. The assistant’s system or task prompt should tell it to read this file first and treat it as authoritative.
Include equipment and load increments
Record the bar or machine starting weight and the plates or dumbbells you actually own. A rule that says “add 2.5 kg” is incomplete if your smallest usable increment is 5 kg. The example below uses a 20 kg bar and plates available on each side:
# My Training Program
## Equipment
- Barbell weight: 20 kg
- Plates available per side: 25, 20, 10, 5, 2.5, 1.25 kg
## Weekly schedule
- Monday: Day A — Lower
- Wednesday: Day B — Upper
## Exercises
- Back squat: 3x5
- Bench press: 3x5
- Romanian deadlift: 3x8–12
## Progression rules
- Add weight only when all prescribed sets and reps are completed.
- For double progression, add reps to the top of the range before adding weight.
- Hold weight when target reps are missed.
- Hold weight when the final working set is RPE 9 or higher.
- Hold weight when notes flag pain, unusual fatigue, or a technical concern.
- Round suggestions down to the nearest loadable weight.
- Ask before adding an exercise or changing a prescription.
Keep the rules exercise-specific when lifts progress differently. For example, a bench press might increase by 2.5 kg after a successful 3×5, while a Romanian deadlift might use a 3×8–12 double-progression range and a 5 kg increase only after three sets of 12.

State whether warm-up sets are excluded, whether assisted repetitions count, and how substitutions are handled. The minimum useful definition is that every prescribed working set has a recorded load and rep count. If you perform an unplanned variation, label it as a variation instead of silently merging it with the programmed exercise.

Choose a workout record that cannot hide missing data
At minimum, every entry needs the exercise name, sets, reps, weight, and date. Add RPE (rate of perceived exertion) or RIR (repetitions in reserve) when you want more conservative decisions. Notes are optional but valuable for pain, equipment changes, or a set that was stopped for a reason.
Minimum record schema
| Field | Required? | Example | Why it matters |
|---|---|---|---|
| Date | Yes | 2026-10-14 | Identifies the latest completed session. |
| Exercise | Yes | Bench press | Matches the entry to a rule in program.md. |
| Sets and reps | Yes | 3×5 | Shows whether the prescription was met. |
| Load | Yes | 80 kg | Provides the starting point for the next target. |
| RPE or RIR | No, recommended | RPE 8 | Allows an effort cap to hold or reduce load. |
| Notes | No, recommended | Last set slowed; no pain | Captures concerns that numbers alone miss. |
Use a structured format even if you enter it through chat. For example:
date: 2026-10-14
exercise: Bench press
sets:
- reps: 5
load_kg: 80
- reps: 5
load_kg: 80
- reps: 5
load_kg: 80
rpe: 8
notes: All reps completed; no pain.
Do not let OpenClaw infer an omitted set or assume that a load stayed constant. If you write “bench felt good” without numbers, the assistant should ask for the missing sets and load before calculating a target.
Implement the recommendation loop
Your prompt should make the order of operations explicit. A concise instruction can look like this:
Read ~/.openclaw/workspace/program.md before making any recommendation.
Find the latest completed entry for the requested exercise.
Verify the programmed sets, reps, load, date, RPE/RIR, and notes.
If any required value is missing or ambiguous, ask a clarification question.
Apply only the progression rule written for that exercise.
Hold the load for missed reps, an effort above the RPE cap, or a warning note.
Round the result down to a loadable combination from the equipment list.
Return the target sets, reps, load, and one-sentence reason.
Ask before adding exercises, changing prescriptions, or overriding warnings.
The final response should be short enough to use in a gym:
Next bench press target: 82.5 kg for 3x5.
Reason: You completed all prescribed reps at RPE 8, below the RPE 9 hold threshold.
Apply linear progression correctly
Linear progression is the simplest rule: increase by a fixed amount after all prescribed work is completed and effort remains acceptable. Suppose the last bench session was 80 kg for 3×5 at RPE 8, and the program says to add 2.5 kg after a successful session. The next target is 82.5 kg for 3×5.
If the same session was 80 kg for 5, 5, 3 at RPE 10, the target remains 80 kg for 3×5. The missed reps and excessive effort both trigger the hold rule. OpenClaw should explain the hold rather than quietly lowering the load or inventing a deload.

When the available plates prevent the exact increment
Rounding is part of the rule, not a cosmetic adjustment. If the mathematical target is 83 kg but your inventory supports 82.5 kg and 85 kg, round down to 82.5 kg. Never round up merely because the number looks closer; the program explicitly calls for the nearest loadable weight rounded down.
Use double progression for rep ranges
Double progression increases repetitions within a range before increasing load. A Romanian deadlift rule of 3×8–12 with a 5 kg increase after 3×12 works as follows:
| Last completed session | Next prescription | Reason |
|---|---|---|
| 80 kg, 3×10 | 80 kg, 3×11 | Increase reps within the range. |
| 80 kg, 3×11 | 80 kg, 3×12 | Continue toward the top of the range. |
| 80 kg, 3×12 | 85 kg, 3×8 | All sets reached the top; reset to the bottom at the higher load. |
If the result is 12, 12, 10, do not add 5 kg: the final set did not reach the top of the range. Prescribe 80 kg again, following the exact rule in the file.
Make RPE, RIR, and notes safety gates
Repetitions and load show what happened, but not always how hard it was. A high final-set RPE can justify holding the load even when the rep target was technically completed. Likewise, a note about pain or a sudden technique change should stop automatic progression.
- Missed reps: hold the current load and repeat the programmed target.
- Final working set at RPE 9 or higher: hold the load unless your written program says otherwise.
- Low RIR: treat a near-zero reserve as a reason to hold when your program uses an RIR cap.
- Pain or unusual symptoms: do not progress automatically; ask the lifter what to do next and follow appropriate professional advice.
- Conflicting notes: ask for clarification instead of choosing the most optimistic interpretation.
These gates are decision rules, not medical assessments. The tracker cannot diagnose an injury or determine whether training is safe.
Log workouts through chat without losing structure
Direct chat is the fastest input method, and OpenClaw can also receive messages through Telegram or WhatsApp integrations described in the tutorial material. Require a confirmation when a message is ambiguous. A good interaction looks like this:
- You send:
Bench 80 kg: 5,5,5. RPE 8. No pain. - OpenClaw repeats the parsed record: date, exercise, load, each set, RPE, and note.
- You confirm or correct the record.
- OpenClaw appends the confirmed entry to the workout history.
- It returns the next target and the rule used.
Photo logging and spreadsheet exports can be added later, but validate text parsing first. A visually impressive interface is not useful if one missed repetition is silently dropped.

Validate the first week manually
Before adding scheduled jobs, test the recommendation loop against real sessions. Use a checklist after each workout:

- Did it select the correct exercise rule?
- Did it hold the load after a missed rep or high RPE?
- Did it round to equipment you actually own?
- Did it ask about an unknown exercise instead of inventing a target?
- Was the reason short and traceable to the rule file?
Compare the recommendation with a manual calculation for every lift during this first week. This is a practical validation step, not a claim of scientific accuracy. No controlled study, accuracy benchmark, adherence percentage, or training-outcome statistic has established OpenClaw as a validated coaching system.

Daily targets with cron
Once records and rules are reliable, a cron job can ask OpenClaw to check the schedule and prepare the day’s targets. The job should read the same program.md and history used for on-demand recommendations. Keep the output informational; require a confirmation before writing a new workout or changing a load.
Missed-workout and deload checks with HEARTBEAT.md
Use HEARTBEAT.md for recurring checks such as an overdue session, repeated missed reps, or a deload trigger that you have explicitly defined. Do not let a heartbeat invent deload criteria. Write the threshold in the file, including what information is needed before it can fire.
Weekly reports
A weekly report can summarize completed sessions, average or recorded RPE, rep completion, and occasions when the load was held. Keep it descriptive rather than prescriptive. A report should show that three bench sessions were logged and one was held at the same load; it should not claim that the pattern proves a physiological adaptation.

| Input channel | Direct chat is simplest. | Scheduled jobs and messaging integrations can run while you are away. |
| Rule location | Plain program.md is easy to inspect. |
The same file can be mounted or synchronized, subject to provider controls. |
| Data review | Read text history locally. | Generate reports on a recurring schedule. |
| Maintenance | You handle updates, uptime, and backups. | The service handles more infrastructure, but you must verify retention, access, and current terms. |
Choose the simplest deployment that meets your scheduling need. An always-on service is not automatically more accurate; it only changes availability and maintenance.
Troubleshoot common failures
The assistant increases weight after a missed rep
Check whether the prompt explicitly defines a missed-rep hold and whether the log separates each set. A summary such as “mostly 5s” can be interpreted as success. Require exact set values and a confirmation step.

The target cannot be loaded
Inspect the equipment section of program.md. Include bar weight, per-side plates, dumbbell increments, and any fixed machine jumps. Then require downward rounding. If the inventory changed, update the file before asking for a new target.
An exercise has no recommendation
Look for spelling differences, aliases, or an exercise missing from the program. Normalize names only through an explicit alias list. If there is no matching rule, OpenClaw should ask whether to add the exercise and what progression method to use.

A report uses the wrong session
Ensure every record has a machine-sortable date and a completion status. Draft or abandoned sessions should not be treated as the latest completed entry. If two entries share a date, use a timestamp or an explicit session label.
Automation sends reminders at the wrong time
Check the Gateway’s time zone, the cron schedule, and your weekly schedule in program.md. Test with a one-time reminder before enabling daily jobs. Keep reminders easy to disable while you tune the schedule.
Keep the control boundary explicit
Your written plan remains the authority. OpenClaw can calculate, format, remind, and summarize, but it should not silently add exercises, change rep ranges, override a warning note, or convert a missed session into a heavier target. Put confirmation prompts in the operating instructions and review the generated record after every workout.
Back up the workspace privately, restrict access to the Gateway and messaging accounts, and avoid sending identifiable health information into channels you do not control. If you share a weekly report, remove names, locations, and other details that are not needed by the recipient.

What success looks like
After the first week, success is not a dramatic load increase. It is a traceable chain from plan to log to recommendation: the assistant can show which rule it read, which completed session it used, why it held or increased the load, and how the final number fits your equipment. Once that chain is dependable, cron reminders, HEARTBEAT.md checks, messaging integrations, and weekly reports become useful extensions rather than sources of hidden errors.
