Build meals around beans, peas, or lentils, then add vegetables and a whole grain such as oats, brown rice, quinoa, or whole-grain pasta. Legumes are especially useful because they provide both protein and fiber; nuts, seeds, and soy foods can add variety. You can work these ingredients into familiar soups, salads, casseroles, and grain dishes without depending on packaged protein products.
Start with foods that provide both protein and fiber
Beans, peas, and lentils are an efficient starting point. The USDA includes them in the Protein Foods Group and also classifies them in the Vegetable Group. The American Heart Association describes legumes as sources of both protein and fiber. That overlap makes them useful when you want to add both nutrients with one ingredient.

As one serving-specific example, the American Heart Association lists about 9 grams of protein and 8 grams of dietary fiber in 1/2 cup of cooked lentils. Those values apply to that cooked serving; nutrient amounts vary with food form, preparation, and serving size. American Heart Association: Healthy Foods Under $1 Per Serving

Use legumes in meals you already make
You do not need a new recipe format to use more legumes. Add them to familiar dishes, or combine them with vegetables and a whole-grain base. The following are flexible meal ideas, not tested recipes or guaranteed nutrient totals.
- Soup or stew: Stir cooked lentils or beans into a vegetable-rich soup or stew.
- Cold salad: Mix beans or lentils with vegetables and a grain such as quinoa or brown rice.
- Casserole: Add lentils or beans to a vegetable casserole for a more substantial dish.
- Grain bowl: Start with brown rice or quinoa, then add beans, vegetables, and a protein food that suits your preferences.
The American Heart Association specifically suggests lentils in soup, stew, cold salads, and casseroles, and gives bean- or lentil-based soup with added vegetables as a meal example. American Heart Association: Healthy Foods Under $1 Per Serving

Add other plant proteins for variety
Nuts, seeds, and soy foods such as tofu and tempeh can broaden your options. USDA lists these, along with beans, peas, and lentils, among protein foods and vegetarian protein choices. Use them where their texture and flavor fit the meal: for example, add nuts or seeds to oats or a salad, or serve tofu with vegetables and a whole-grain side. USDA MyPlate: Protein Foods Group
Eggs, fish, poultry, and dairy can also add protein, but they are not fiber sources. Pair them with vegetables, legumes, or whole grains when you want a meal that includes both protein and fiber. This is one flexible approach, not a requirement to follow a particular eating pattern.

Choose canned beans with sodium in mind
If canned beans are the convenient option, compare sodium on the labels. The American Heart Association advises choosing low-sodium or no-added-salt varieties, or rinsing beans before using them when sodium is a concern. American Heart Association: Picking Healthy Proteins
Use nutrition numbers with the right context
Food composition values depend on the specific food record and how the food was prepared. USDA FoodData Central contains multiple types of food composition data, rather than one uniform dataset, and its update cadence varies by data type. For a specific ingredient or preparation, check the matching record rather than assuming a figure applies to every version. USDA FoodData Central
