How Deep Should You Squat? A Guide to Squat Depth and Mobility

No single squat depth suits everyone. Learn how to choose a comfortable, controlled range based on your goal, anatomy, setup, and symptoms.

There is no single squat depth everyone must reach. Choose the deepest range you can control comfortably and consistently for your training goal; your anatomy, mobility, and symptoms all matter. Parallel is a useful reference, not a universal pass-or-fail line, and a partial squat can be a deliberate choice.

How deep should you squat?

Use the range that fits your goal and that you can perform with control and comfort. A sport or training plan may call for a particular depth, but there is no requirement that every person squat below parallel. The National Strength and Conditioning Association (NSCA) discusses quarter, parallel, and full squats in terms of muscular effort, joint stress, athletic outcomes, and potential injury risk; its overview does not establish one depth as best for every lifter or task. NSCA’s discussion of squat depth also cites research on these comparisons, but the references alone are not enough to rank depths quantitatively for all people.

A useful coaching idea is controlled usable depth: the deepest range you can repeat comfortably and consistently for your purpose. It is a practical way to choose a training range, not a formal medical test.

What do parallel, full, and partial squats mean?

These labels describe broad depth references, and “full” or “deep” does not have one precise universal measurement across every source and sport.

Depth Practical meaning How to use the reference
Partial or quarter A shallower range than a parallel squat. Can be a deliberate training range when it suits the goal, task, comfort, or control.
Parallel A common reference that compares the thigh with the floor. Use it to describe depth, not as a universal anatomical requirement or pass-or-fail standard.
Full or deep A squat taken beyond a parallel reference; exact definitions vary. Choose it only if it fits the goal and remains comfortable and controlled.

NSCA notes that anatomy and range of motion affect what squat standards are attainable. A visible difference from someone else’s depth does not, by itself, establish a mobility problem.

Why can’t I squat deeper?

Squatting is a linked movement: the hips, knees, and ankles move together, so available motion at one joint can affect the whole pattern. NSCA describes how individual anatomy, hip position, ankle range, and limb proportions can influence both stance and attainable depth. Two healthy people may therefore squat with different stances or reach different depths. NSCA’s overview of individual variation, its explanation of linked movement, and its guidance on customizing the squat pattern describe these factors; they do not provide a simple visual test that diagnoses a limitation.

Depth is not just a flexibility question. A limitation in the squat can reflect the interaction of joint motion, body proportions, stance, and the demands of the chosen variation. The available guidance does not establish that a particular stretch or mobility routine reliably increases squat depth for everyone.

Is squatting deeply bad for the knees?

No blanket rule makes deep squats inherently bad for everyone’s knees, but that does not mean every depth suits every person. NSCA’s guidance on knee movement advises caution with deep knee flexion for people with anterior knee pain and notes that individuals can respond differently. NSCA’s knee exercise guidance recommends excluding movements that provoke pain for that individual.

If a depth causes pain, reduce the range or choose a different exercise rather than forcing the movement. Seek individualized clinical or coaching guidance if symptoms persist or substantially limit activity. This general advice cannot identify the cause of pain or prescribe treatment; do not push through sharp or worsening pain.

How to explore a comfortable squat setup

Make small, controlled adjustments rather than treating one stance as correct for every body. NSCA identifies stance width and toe angle as variables to customize, alongside factors such as ankle range and limb proportions.

  1. Start with a comfortable stance. Set your feet at a width that feels natural, then try a modestly narrower or wider position if needed.
  2. Adjust foot angle. Explore a comfortable degree of toe-out rather than forcing your feet to point straight ahead or outward.
  3. Test depth gradually. Lower only as far as you can control comfortably. Use a shallower range if a deeper position causes pain or you cannot maintain control.
  4. Keep the choice tied to your goal. Your sport, training task, symptoms, and the specific squat variation all matter; depth is not a standalone score.

These are setup options, not proven fixes for every depth limitation. A single squat video is not enough to diagnose why someone cannot go deeper.

Can weightlifting shoes help you squat deeper?

Elevated-heel weightlifting shoes are an optional setup variable to consider, not a required solution. The NSCA depth article cites a 2017 study examining heel height and lower-extremity muscle activation during back squats. That cited study does not establish that shoes increase everyone’s usable depth, correct a mobility deficit, prevent injury, or are necessary. If you try them, judge them by whether they help you perform your chosen squat comfortably and under control.

How to choose a depth for training

Match the range to the task instead of chasing the deepest possible squat. Consider the goal or sport, the depth you can control comfortably, your individual anatomy and available hip and ankle motion, any symptoms or clinical guidance, and the load and demands of the specific squat variation. ACSM’s 2026 resistance-training guidance emphasizes tailoring programs to goals, enjoyment, and safety. Its position stand synthesizes 137 systematic reviews representing more than 30,000 participants, a figure about the broad resistance-training evidence review—not squat depth specifically. ACSM’s 2026 guideline announcement provides that context.
