Racing thoughts at bedtime usually become worse when sleep turns into a test you must pass. A more useful goal is to change how you respond to the thoughts: move practical worrying earlier, give your attention a gentle anchor, and leave the bed briefly if wakefulness turns into a struggle. The exercises below cost nothing, need no sleep app, and are experiments rather than guaranteed cures or a treatment plan for chronic insomnia.
Start before bed: schedule a short “worry time”
Trying to solve every problem in the dark keeps your brain in planning mode. The NHS Every Mind Matters guidance recommends writing worries down and setting aside a brief, regular period to examine them. It gives 10 or 15 minutes as an example and says making this a routine may help stop thoughts racing when you are trying to sleep.

Use a simple two-column note
- Write each worry in plain language. For example: “I might miss the deadline,” rather than a long chain of predictions.
- Mark whether you can influence it. If you can, write one small next action and when you will do it: “Email the project lead at 9 a.m.” If you cannot influence it tonight, write that down too: “No useful action is available until tomorrow.”
- Close the exercise at the planned time. Put the note away and tell yourself that the issue has a scheduled place for further attention.
This is not an instruction to suppress thoughts. It is a way to stop repeatedly reopening the same question at bedtime. If a new worry appears in bed, you can make a brief reminder and return to your chosen anchor rather than restarting the entire analysis.

Choose one low-friction focus at bedtime
Pick the option that feels physically comfortable. There is no universally best exercise, and forcing a technique can add pressure. The two approaches below are deliberately simple and work without an app, subscription or audio track.

Option 1: paced breathing
The NHS describes a 4-7-8 pattern: inhale gently for four seconds, hold for seven seconds, then exhale for eight seconds. Repeat the sequence four times. Treat those counts as an example, not a proven optimal dose. Keep the breath comfortable and stop if you feel dizzy, panicky or short of breath.
- Settle into a position that does not strain your neck or back.
- Exhale normally, then inhale for a count of four.
- Hold gently for seven, without clenching your jaw or shoulders.
- Exhale slowly for eight.
- Repeat up to four cycles, then allow your breathing to return to its natural rhythm.
Breath-holding is not a requirement. If it makes you uncomfortable, use a breath-neutral anchor instead: notice the feeling of air moving in and out without counting, or switch to muscle relaxation. People with a condition that makes breath exercises difficult should ask a clinician for individualized advice.
Option 2: progressive muscle relaxation
Progressive muscle relaxation is a body-focused alternative. Move through muscle groups, briefly contracting each one and then releasing it so you can notice the contrast between tension and ease. A practical order is hands and forearms, shoulders, face, abdomen, hips, thighs, calves and feet.

- Bring attention to one muscle group.
- Tense it gently for a few seconds; do not cause pain or hold your breath.
- Release and notice the softer sensation for a longer moment.
- Continue to the next group, skipping any area that is injured or uncomfortable.
The aim is noticing and releasing tension, not achieving perfect relaxation. If concentrating on the body increases distress, stop and use a neutral visual or sensory focus instead.
When thoughts return: notice, label and redirect
A wandering mind is not evidence that you have failed. NHS guidance presents present-moment strategies as skills that can take practice. When you notice a new worry, use a short sequence:
- Notice: “My mind is planning tomorrow.”
- Label: “This is a worry thought,” or “This is a memory.”
- Redirect: return to the breath, the weight of your body on the mattress, a neutral repeated phrase such as “here now,” or another ordinary sensation.
Do not debate whether the thought is reasonable while lying in bed. If it contains an actionable task, capture a few words on paper for your next worry-time session. Then come back to the anchor. The redirection may happen many times; repetition is the practice.

If you are still awake: use gentle stimulus control
Long periods of wakeful frustration can teach your brain to associate the bed with alertness. NIH descriptions of cognitive behavioral therapy for insomnia (CBT-I) include stimulus control: get out of bed when you are unable to sleep, use the bed for sleep, and return when you feel sleepy. This is a flexible principle, not a strict countdown rule.
A practical sequence
- Give your chosen exercise a fair, unforced try.
- If you remain clearly awake and increasingly frustrated, leave the bed.
- Keep the light low and do something quiet and uninteresting, such as reading a paper book or sitting calmly.
- Return to bed when sleepiness returns. Repeat the cycle as needed without watching the clock.
Avoid turning the out-of-bed period into work, intense exercise, upsetting news or bright-screen scrolling. The purpose is to break the struggle, not to create a second stimulating evening.
Which approach should you try first?
Use comfort and the kind of alertness you are experiencing to choose. The table is a decision aid, not a ranking of effectiveness.

| Approach | Best fit when | Where it happens | What to watch for |
|---|---|---|---|
| Worry time and a written list | Your mind is running through tasks, risks or decisions | Earlier in the evening, before bed | Do not turn the list into a long problem-solving session |
| Paced breathing | A gentle counting rhythm feels soothing | In bed or sitting nearby | Stop or change methods if holding your breath feels uncomfortable |
| Progressive muscle relaxation | You notice jaw, shoulder or body tension | In bed or another quiet place | Skip painful or injured areas; keep contractions gentle |
| Present-moment anchoring | Thoughts keep jumping between topics | In bed | Mind wandering is expected; return without self-criticism |
| Stimulus control | Wakefulness has become frustrating in bed | Briefly outside the bed, then back when sleepy | Keep the activity quiet and avoid clock-watching |
What the evidence can—and cannot—say
Relaxation methods are reasonable self-help experiments, but evidence for relaxation techniques alone in chronic insomnia is limited. The U.S. National Center for Complementary and Integrative Health (NCCIH) describes the evidence as small in amount and low in quality. It also notes that relaxation methods can occasionally be associated with increased anxiety, intrusive thoughts or fear of losing control. Stop an exercise that makes you feel worse and choose a different focus or seek appropriate help.
NCCIH says evidence is insufficient to recommend mindfulness meditation alone for insomnia. Therefore, do not treat a mindfulness-style attention exercise as a guaranteed way to shorten the time it takes to fall asleep or as a cure. It can simply be a way to practice returning attention to the present.

For adults with chronic insomnia, NIH identifies multicomponent CBT-I as the standard treatment. CBT-I combines cognitive and behavioral elements and may include progressive relaxation, abdominal breathing and guided imagery. The 2025 VA/DoD patient guide describes it as a multi-session approach with cognitive, behavioral, relaxation and sleep-education components. These free exercises overlap with parts of CBT-I but are not a substitute for a full assessment or program.

Why “sleep hygiene” alone is not enough for chronic insomnia
Basic habits—such as a regular schedule, a dark room and limiting late stimulation—may support sleep, but the 2025 VA/DoD patient guide cautions: “Do not use sleep hygiene as a standalone treatment for chronic insomnia.” If insomnia has become persistent, adding more rules can increase performance pressure. A clinician can help determine whether CBT-I or another treatment is appropriate instead of asking you to manage a long checklist alone.
Make a no-app plan for tonight
Write this short plan on paper so you do not need to make decisions while tired:
- Earlier evening: set a 10- or 15-minute worry period, write concerns down, and assign one next step or note that an issue is outside your control.
- At bedtime: choose either four comfortable 4-7-8 breathing cycles, breath-neutral attention, or progressive muscle relaxation.
- When attention wanders: notice and label the thought, then return to your neutral anchor.
- When wakefulness becomes a struggle: leave the bed for a quiet activity and return when sleepy.
- The next day: note which step felt helpful or uncomfortable, and adjust rather than treating the night as a pass-or-fail test.
You do not need an app, a wearable or a paid course to try this sequence. A pen, paper and a clock kept out of view are enough.
When to seek professional support
Self-help is appropriate for an occasional difficult night, but persistent symptoms deserve more than repeated bedtime experiments. NHS guidance advises contacting a GP when changes to sleep habits have not helped, when difficulty has lasted for months, or when insomnia interferes with coping during the day. Ongoing anxiety, depression, panic or intrusive thoughts are additional reasons to seek professional support.
NHS care pathways are specific to the UK. The NHS says CBT may be free for many mental-health problems and that adults can self-refer to NHS talking therapies in many areas, but eligibility, waiting times and local services vary. Elsewhere, contact a local primary-care clinician, mental-health service or another qualified professional. If you feel unsafe or at immediate risk, use your region’s emergency or crisis service.
Describe the pattern clearly: how often it happens, how long it has lasted, what happens during the day, and whether anxiety or low mood occurs alongside it. That information helps a clinician distinguish a transient rough patch from chronic insomnia or another condition requiring targeted care.
