For adults managing constipation, practical high-fibre choices include beans and lentils, oats and other whole grains, fruit, vegetables and nuts. Add them gradually and drink enough fluid to help the fibre work. Food changes may help, but persistent symptoms can need medical assessment.
Which high-fibre foods can you add?
There is no single best food for everyone. Choose from several groups and build them into meals you already eat. NIDDK lists these as good fibre sources in its constipation nutrition guidance.

| Food group | Examples | Easy ways to add them |
|---|---|---|
| Legumes | Lentils, black beans, kidney beans, soybeans and chickpeas | Stir beans into soup or salad; add lentils or chickpeas to a cooked meal. |
| Whole grains | Oatmeal, bran-flake cereal, whole-wheat bread and whole-wheat pasta | Choose oatmeal for breakfast, bran cereal, or whole-wheat bread or pasta for a staple. |
| Fruit | Berries, apples with the skin, oranges and pears | Add fruit to breakfast or have it as a snack. NHS guidance also names apples, apricots, grapes and raisins, raspberries, strawberries and prunes among fruits containing sorbitol. |
| Vegetables | Carrots, broccoli, green peas and collard greens | Serve vegetables with a meal or add peas and broccoli to soups and other dishes. |
| Nuts | Almonds, peanuts and pecans | Use nuts as a snack or add them to a meal where they fit. |
| Additional options | Wheat bran, oats or linseed | NHS guidance suggests these as ways to increase fibre. |

NIDDK reports a general adult range of 22 to 34 grams of fibre per day, depending on age and sex. That range comes from the Dietary Guidelines for Americans, 2015–2020, 9th edition, published in December 2020; it is not one target that applies equally to every adult. Check the guidance relevant to your age and circumstances rather than treating the upper end as a goal for everyone.

Mayo Clinic’s high-fibre food chart, published December 24, 2025, also reports a guideline of 14 grams per 1,000 calories for people age two and older. That is a calorie-based recommendation, a different way of expressing intake—not a directly interchangeable adult range.
How to increase fibre without making discomfort worse
- Start with one addition. Try oats at breakfast, beans in a soup or salad, or fruit with the skin when appropriate. This is a practical way to follow the gradual-increase advice, not a tested meal plan.
- Give your body time to adjust. Increase fibre gradually rather than making a large change all at once. Both the NHS and NIDDK recommend a gradual increase.
- Drink fluids. NIDDK says water and other liquids help fibre work better and can soften stool. Fluid needs vary with personal circumstances, so this guidance does not establish one daily amount for everyone.
- Adjust to tolerance. If a new food causes uncomfortable symptoms, reduce or pause that addition and build up more slowly.
Does soluble or insoluble fibre work better?
Many high-fibre foods contain a mix of fibre types, so you do not need to choose one type as universally best. Mayo Clinic explains that soluble fibre is found in foods such as oats, peas, beans, apples and citrus, while insoluble fibre occurs in whole-wheat flour, wheat bran, nuts and some vegetables. Include a variety that suits your meals and tolerance.

What foods should you limit?
NIDDK suggests avoiding or reducing foods with little or no fibre when trying to prevent or relieve constipation, including chips, fast food, meat and some prepared or processed foods. Treat this as general dietary guidance, not a ban: it does not establish that any one of these foods causes constipation in every person. The aim is to make room for fibre-rich choices, not to follow a universal prohibition.

Constipation can mean infrequent bowel movements, hard or dry stools, difficulty or pain passing stool, or a feeling that the bowel movement is incomplete. Diet and activity changes may help, but constipation has multiple causes and other treatment may be needed. NIDDK describes options beyond diet, including over-the-counter medicines and further clinical treatment. If symptoms persist, or you are concerned about their cause, speak with a healthcare professional rather than relying on food changes alone.
